Breath-Led Deep Stretch Yoga for Hips, Legs and Lower Back

Lie on your back, knees drawn in, and take a breath that reaches all the way into the ribs. That is where a 45-minute deep stretch session from Yoga With Adriene begins, on a mat with her assistant Benji beside her, and it is the first clue to what the practice is really about. Released on the channel in September 2017, the video is built for the legs, back and hips, and it asks the stretch to be carried by the breath rather than forced by the body. Its central instruction is simple: inhale to expand, exhale to contract, and let each shape unfold a little deeper with every cycle. Nearly 30 million people have pressed play, which suggests the approach has resonated far beyond a single afternoon of stretching. What follows is a close reading of how the session is put together, why its instructions are sequenced the way they are, and what a viewer can take from it if they repeat it week after week.

What does the breath cycle actually do in a deep stretch?

Most stretching instruction treats breath as background music, something to remember while the real work happens in the muscles. This session reverses that. Early on, Adriene sets the frame that governs everything after it: "Think of your breath in, your inhale, as an expansion and then think of your exhale as a bit of a contraction, navel drawing in." It is a small sentence, but it gives the student a directional logic. On the inhale, the torso lengthens and the spine has room; on the exhale, the navel draws toward the spine and the pose deepens by a few degrees.

The practice returns to this idea again and again, and it is worth noticing how the language shifts. Later she says, "We're using the breath to move it forward, a little deeper, allow it to unfold." The verb that matters there is unfold. A stretch is not treated as a destination you grab and hold. It is treated as something that opens over several breaths, with the exhale as the moment of letting go and the inhale as the moment of making space. That is a meaningful distinction for anyone who has muscled through a hamstring stretch while holding their breath.

The session also widens the frame on purpose. Adriene describes working "to create a full 360 all encompassing experience, that includes not just the body, not just the physical, but the mind as well and also your heart space." She calls the practice "a very generous act of self love," and says that on the surface there is the stretch, but beyond that there is much more. Whether or not a viewer buys the spiritual framing, the instruction to treat the practice as a whole-person experience shapes the pace: the teacher keeps asking students to soften the face and shoulders, to notice the quality of the air in the room, and to let the mind settle.

Why start on your back with the knees to the chest?

The opening sequence is deliberately unglamorous. Lying on the back, the student hugs the knees in, rocks gently, and sets up the breath before any dramatic shape appears. Then comes a lift of the head and shoulders toward the knees, and a reminder that you may not get anywhere near the knees, and that this is fine. The purpose, as Adriene puts it, is "to create a little bit of spaciousness through each vertebrae of the spine," while starting to tap into the muscles of the core.

This is a sound way to warm a body that is about to ask for length. The spine gets a gentle decompression before the legs are asked to work at a distance from the torso. It is also where the video's central tension appears for the first time: the stretch is on the surface, but the attention is inside. Students who skip this part and jump straight to a one-legged shape tend to arrive at the hips with the back still tight, which is precisely the situation the session is trying to prevent.

How do the hip openers work: the stirrup, the figure four and the thread-the-needle?

The middle of the session moves into the shapes that give the video its name for deep work. The first is a one-legged stirrup. The student lies on the back, brings one hand to the inner arch of the foot (or the inner calf if the foot is out of reach), and kicks the foot toward the sky while anchoring the opposite shoulder down. Hamstrings open, hips release, and the lower back is given support from the floor.

What makes this sequence usable for a broad range of bodies is the modification built into the instruction. Adriene offers a plain fallback: "If this is way way way way way too much in the hips, just lift your left knee and firmly plant your left foot on the ground for a little more stability." That line is worth taking seriously. The practice is not a test of who can reach furthest. It is designed so that a student can keep a foot grounded and still receive most of the hip work.

From the stirrup, the foot crosses over the opposite thigh into a figure-four, and then the teacher leads a series of lifts in which the crossed leg rises and lowers in time with the breath. "Inhale to lower. Exhale to lift." The rhythm makes the core work intentional rather than frantic. The session then threads the needle, interlacing the fingers through the bent leg and drawing the knees toward the chest, a shape that opens the outer hip and asks the lower back to rest.

Why does lifting the leg on your side feel like shaking, and is that a problem?

The side-lying sections are where many students feel their first real effort. The instruction is to lift the top knee toward the chest, send the bottom leg out to hover, and hold there while breathing. Adriene names what the body does at this point: "So if you're a beginner you'll start to feel a little shake here." Her guidance for more experienced students is to "play with the subtle body," scooping the tailbone up, drawing the navel down, relaxing the shoulders, and finding "support from within."

There is a reassurance in the way the video handles this. The shake is not framed as a failure of flexibility. In a later moment, speaking through the hardest part of the set, she says: "It's a sign of being strong and alive, not weak." That reframing matters for anyone who has come to a yoga mat expecting to be told to relax into the stretch. Here the body is being asked to stabilize while it stretches, which is why the session returns to the phrase "stabilize the joints" from its opening minutes. Flexibility and stability are presented as partners, not opposites.

The side work also includes a small, almost meditative movement: the top knee drawn gently toward the shoulder and then back toward center. The teacher notes the effect plainly: "We're creating just a little massage in the front of the right hip crease. We're also challenging our center of gravity." Students feel this in the outer thigh, and it is a useful reminder that not every hip stretch needs to go deep to be effective.

Why is a 45-minute practice meant to be repeated every week?

The description of the video is unusually direct about its intent. It calls the session "a good one to repeat weekly" and invites viewers to "try it and see how your experience changes and unfolds." That is a more useful instruction than most stretch videos offer. A single session of deep hip work can feel like a series of isolated shapes. Repeated weekly, the same sequence becomes a map, and the breath cues start to mean something different each time.

This is where the session's most interesting idea lands. A deep stretch, in this framing, is not about the depth of any one pose on a given day. It is about the accumulation of attention across many days. The student who repeats the stirrup and the figure four will notice the first lift is easier, that the shake arrives later, and that the hips release on a longer exhale than they did before. None of that is announced by the video. It is what the repetition quietly reveals.

The channel itself describes its mission as connecting "as many people as possible through high-quality free yoga videos," and says it welcomes "all levels, all bodies, all genders, all souls." That inclusiveness is visible in the modifications throughout the session, which are offered as ordinary options rather than fallbacks for people who are behind.

Where to go from here

If you are new to deep stretching, begin with the logic rather than the shapes. Spend a week practicing only the breath cycle: inhale to expand, exhale to contract, navel drawing in. Then add the knees-to-chest opening and the figure four, using the modifications whenever the hips ask for them. Keep a folded blanket nearby, since the video suggests padding the knee or doubling up the mat when the floor is hard. Give yourself the same session once a week for a month, and pay attention to where the shake shows up, how long the exhale lasts, and how the lower back feels at the end.

For a broader view, follow the practice's own advice: treat it as a whole-body experience rather than a set of isolated stretches. The most useful thing this 45-minute session offers is not a pose you can master but a way of listening, one breath at a time, to a body that is opening at its own pace.

[0:01] - What's up everyone and welcome to Yoga With Adriene.

[0:02] I'm Adriene and that's Benji.

[0:05] And today we have an awesome deep stretch

[0:07] total body yoga for you so this is gonna be amazing

[0:09] if you're wanting to increase flexibility in your body.

[0:13] This is gonna be really awesome if you're

[0:14] wanting to stabilize the joints, everybody needs that.

[0:16] And this is a really great time to just really

[0:18] be with your breath, focus on alignment,

[0:21] and balance out whatever it is

[0:23] you got going on in your life.

[0:25] So hop into something comfy and let's get started.

[0:28] (upbeat music)

[0:40] Alright my darling friends, let's begin on our backs.

[0:44] Come to lie down.

[0:47] And right away when you get down there,

[0:50] go ahead and take a deep breath in.

[0:54] And as you exhale hug the knees into your chest.

[1:00] And again take a deep breath in and as you breath in

[1:04] a little deeper a little more conscious breath here,

[1:06] right from the start think of your breath in, your inhale,

[1:10] as an expansion and then think of your exhale

[1:13] as a bit of a contraction, navel drawing in.

[1:17] So there's the cycle of breath

[1:19] that we're gonna play with today

[1:21] for our deep stretch practice.

[1:23] That is inhale expansion and exhale contraction.

[1:29] I'm joined today by my assistant, Benji, Guru Benji.

[1:33] Thank you so much for being here Benji.

[1:36] Alright we're just taking a couple of full breaths

[1:39] to settle in, squeeze the knees up towards your chest.

[1:43] Notice the quality of air in the room

[1:46] or wherever you're practicing.

[1:52] And so we'll work today with the breath

[1:55] to create a full 360

[1:58] all encompassing experience,

[2:01] that includes not just the body, not just the physical,

[2:05] but the mind as well and also your heart space.

[2:10] So that's how we get the most out of this time,

[2:12] the most out of this practice.

[2:15] And then it's also a very generous act of self love.

[2:20] So on the surface we have the stretch

[2:22] but beyond that there's just so much more.

[2:26] Take one more big breath in and then again

[2:30] thinking contraction on the exhale we're gonna peel

[2:32] the nose up toward the knees.

[2:34] Now you may get nowhere near your knees and that's all good.

[2:37] We're working to create a little bit of spaciousness

[2:40] through each vertebrae of the spine.

[2:43] You're also feeling a nice support of the lower back.

[2:47] We're starting to tap into the muscles of our core.

[2:50] And you can stay here squeezing the knees up and in

[2:54] or release the fingertips, palms faced up,

[2:57] you're gonna reach them towards the front.

[2:59] Breathing deep here, make sure you're not clenching the face

[3:03] or shoulders, nice and relaxed.

[3:05] Might start to welcome a little bit of heat here.

[3:08] Take one more deep breath in.

[3:11] And one long breath out.

[3:14] And then slowly release head and shoulders to the earth.

[3:17] Alright grab your right knee,

[3:19] send your left leg all the way out.

[3:21] Let it hover just above the earth.

[3:23] Squeeze your right knee in towards your chest,

[3:26] and then open it up just a bit

[3:27] up towards your right shoulder.

[3:30] And then again right knee towards your chest

[3:33] or your figurative heart space,

[3:35] and then over towards your right shoulder,

[3:37] so you're just kind of creating a little compression

[3:39] in the front of your right hip crease.

[3:42] Great take one more deep breath in.

[3:46] Exhale to release, left heel to the earth.

[3:52] Now when you're in these shapes,

[3:56] we're not just hanging out, holding, waiting,

[3:58] but especially today with our deep stretch

[4:00] we're using the breath to move it forward,

[4:03] a little deeper, allow it to unfold.

[4:05] So think expansion on the inhale.

[4:11] And a bit of contraction as you breathe out.

[4:16] Now close your eyes and go ahead and soften

[4:19] through the toes and the feet.

[4:21] And again big inhalation in.

[4:26] And nice long exhale out.

[4:32] Great one more here, big breath in.

[4:38] And long breath out.

[4:42] Fabulous now again activate your left foot,

[4:44] so press into your left heel,

[4:46] and activate your right foot, press into your right heel.

[4:49] And this time you're gonna grab the right hand,

[4:51] or take the right hand and you're gonna grab

[4:52] the inner arch of your right foot.

[4:55] Now if that doesn't quite,

[4:56] if your hand doesn't quite make it there,

[4:58] just grab the inner calf muscle here, the inner leg,

[5:02] you can just grab here.

[5:06] Creating a little one legged stirrup posture here,

[5:09] so here kick your right foot up towards the sky

[5:11] and then anchor your right shoulder down.

[5:13] If this is way way way way way too much in the hips,

[5:16] just lift your left knee and firmly plant

[5:18] your left foot on the ground for a little more stability.

[5:22] Breathing deep, inhale.

[5:26] And exhale.

[5:29] Opening up through that right hamstring, big inhalation.

[5:35] And long exhale.

[5:40] One more time big inhale.

[5:44] And long breath out.

[5:48] Awesome now take that right foot,

[5:50] we're gonna cross it over the top of the left thigh.

[5:54] So just crossing over,

[5:55] creating a little figure four shape here,

[5:57] peek at me if you need to.

[5:59] And then press the palms down into the earth,

[6:01] connect to your core and slowly lift

[6:04] the left leg up high towards the sky.

[6:06] Now left leg does not have to straighten,

[6:09] but both feet are nice and active here.

[6:11] Inhale in, exhale lower it down.

[6:15] Inhale.

[6:18] Exhale, navel draws in, lift it up.

[6:23] Now I'll sync you up with the breath, here we go.

[6:24] Inhale to lower.

[6:27] Exhale to lift.

[6:31] Inhale to lower.

[6:34] And exhale to lift, press the palms into the earth firmly.

[6:38] One more time, inhale to lower.

[6:42] And exhale to lift.

[6:44] Awesome bend the left knee, thread the needle,

[6:47] right fingertips go in through the hole, interlace,

[6:50] and we'll squeeze the legs up towards the chest, the heart.

[6:55] Keep the feet active here and now just nice full breaths,

[6:59] you got it.

[7:05] Start to let go of the day thus far.

[7:08] Anything that you have coming after this practice

[7:12] or on the agenda,

[7:15] see if you can allow the mind to be at ease,

[7:17] just give yourself permission to be really present here,

[7:20] I know it's tricky and tough for someone to tell you that.

[7:22] But maybe it's what you need.

[7:25] Just a little time and space,

[7:28] to stretch and be with your breath.

[7:32] Alright releasing left foot to the ground.

[7:35] And slowly taking it to the other side.

[7:37] So what we'll do is we'll start by lifting

[7:39] the left knee in towards the chest, squeeze,

[7:43] and send the right leg out to hover.

[7:45] We start to tap into the muscles of the abdominal wall here.

[7:50] Breathing deep.

[7:52] So if you're a beginner you'll start

[7:54] to feel a little shake here.

[7:56] If you've been on your mat for a while

[7:57] play with the subtle body,

[7:59] scoop the tail bone up, draw the navel down,

[8:03] relax the shoulders,

[8:04] play with the natural curvature of the spine,

[8:07] finding support from within.

[8:08] So there's always so much depth to play with here.

[8:12] Breathing deep.

[8:15] And then here we go, if you haven't already,

[8:17] start to draw the left knee towards

[8:18] the left shoulder just a bit.

[8:20] This is a very small move here,

[8:22] and then in towards center.

[8:24] Again we're creating just a little massage

[8:25] in the front of the right hip crease.

[8:28] We're also challenging our center of gravity.

[8:32] Gonna feel it in the abductor here, oh yeah.

[8:37] Back and forth back and forth with the left knee.

[8:46] And then take one more deep breath in,

[8:48] bring your left knee back in towards your center,

[8:50] so hug it in, and then exhale,

[8:53] slowly release the right heel down to the earth.

[8:57] Alright left hand comes to the left inner arch.

[9:00] Move nice and slow here,

[9:02] opening up through that hip.

[9:05] So left foot, sole of the foot now goes towards the sky.

[9:08] You can bring the right hand to the earth

[9:10] for a little stability or maybe on the front

[9:12] of the right hip crease.

[9:13] We're opening up left hamstring up towards the heavens here.

[9:18] Strong bright energy through the toes to protect the knee.

[9:22] And then I'm working again to create a full body experience,

[9:25] not isolate experiences,

[9:26] so see if you can relax your shoulders,

[9:29] see if you can let your ribcage just be nice and heavy here,

[9:33] hips nice and heavy.

[9:41] And then reconnect with your breath, find a new breath.

[9:55] Again if this is too much you can bend the right knee,

[9:58] bring the sole of the right foot to the ground

[10:00] for a little stability.

[10:09] And then to release nice and slow,

[10:13] take the hand away,

[10:14] cross the left ankle over the top of the right thigh,

[10:16] so you're opening now left knee towards

[10:19] the bottom right corner of your mat.

[10:21] Just take a second to feel that out.

[10:23] If you're super tight in the hips all of this work

[10:25] already has been maybe a little bit intense,

[10:28] but all the more reason for you to be here on your mat.

[10:32] And also the reason that we're starting

[10:34] nice and low to the ground so that you're not

[10:36] having to do a bunch of weight bearing

[10:37] work here in the beginning.

[10:39] Alright take a deep breath in,

[10:40] press your hands into the earth.

[10:42] You can also grab the outer edges of the mat

[10:44] if it was a little bit hard for you last time.

[10:46] And inhale, lift the legs all the way up.

[10:51] And then exhale all the way down.

[10:55] Now let's sync up with the breath here,

[10:56] so big inhale at the bottom.

[10:59] Use the contraction to lift back up and we flow.

[11:04] Inhale to lower.

[11:08] Exhale to lift.

[11:11] And eventually you wanna try to slow this down

[11:13] so that you're building strength but just do your best here

[11:18] so inhale to lower.

[11:20] Move in a rhythm that feels good for you and exhale to lift.

[11:28] Tuck the chin.

[11:30] Try to keep length from crown to tail here

[11:33] so it's just an awareness.

[11:35] Hug the lower ribs down and in.

[11:38] Use that contraction of navel to spine

[11:40] to really lift the legs up and hug the lower ribs down.

[11:47] If you're starting to sweat a little

[11:48] here or shake, awesome,

[11:51] beautiful, welcome that.

[11:54] It's a sign of being strong and alive, not weak.

[12:01] And then slowly we'll release, beautiful.

[12:06] Bend the right knee,

[12:07] sole of the right foot comes to the ground,

[12:09] thread the needle,

[12:10] left fingertips are gonna go through the hole here,

[12:12] hey yo and then squeeze the lower body

[12:15] up towards the chin, the chest.

[12:23] Breathe, breathe, close your eyes.

[12:28] And breathe nice long smooth deep breaths.

[12:38] Maybe find some soft gentle movement in the head, the neck.

[12:47] And then release, awesome, nice and slow release,

[12:50] hug both knees into the chest.

[12:52] Inhale in, exhale, take your lower body,

[12:54] your legs, your knees, all the way over to the left.

[12:57] Open the arms super wide,

[12:58] and turn to look past your right hand.

[13:04] Deep breath in.

[13:06] Exhale, navel draws down to the core of the earth,

[13:09] knees come through center and take it to the other side.

[13:11] Knees fall to the right, big stretch here,

[13:13] and turn to look past your left fingertips,

[13:18] recline twist, inhale in.

[13:22] And exhale back to center,

[13:24] cross the right ankle over the left,

[13:25] grab the outer edges of your feet.

[13:28] We're just gonna stretch the tops of the feet

[13:29] by pointing the toes here and lifting the heels up, up, up.

[13:33] Big breath in.

[13:36] We're also creating nice strong

[13:39] muscles that hug around the joints,

[13:42] so nice stable joints here, kick, kick, kick, kick, kick,

[13:46] point the toes,

[13:47] and then release and switch left ankle on top,

[13:51] grab the outer edges of the feet,

[13:53] and again point the toes, lift the heels,

[13:55] and kick the feet up just a bit here,

[13:57] we're getting a nice stretch in the tops of the feet,

[13:59] the ankles, but also creating stability

[14:02] around the knees, the joints.

[14:03] Deep breath in.

[14:06] And exhale to release, awesome.

[14:08] Bring the feet to the ground,

[14:10] nice and easy turn to one side,

[14:12] and slowly press your way up to a seat.

[14:20] Alright sit up nice and tall, legs are crossed,

[14:23] ankles crossed, going right into it.

[14:26] We're gonna bring the left elbow down

[14:27] to the earth here nice and slow.

[14:29] Hi Benji.

[14:33] Benji's got some zenned out vibes today.

[14:42] Left elbow to the ground.

[14:43] So you're gonna feel this in the right side body,

[14:47] the back body, the hip.

[14:50] If this is too much then we'll just lift

[14:53] the hand up here and come here.

[14:58] Once you feel like you have this,

[14:59] start to bring your breath into the picture,

[15:02] and allow your right glute,

[15:04] your right booty to get really, really heavy here.

[15:09] Then notice we're just hanging out here

[15:10] and the neck lengthen through the crown of the head.

[15:14] Then when you're ready take the right fingertips

[15:16] behind the right ear and inhale,

[15:18] reach, reach, reach toward the left side.

[15:21] Big stretch here, inhale in,

[15:23] exhale right hand's gonna come right to the front.

[15:28] Beautiful then take it all the way, thumb back,

[15:31] pinky forward, all the way back, open through the chest,

[15:34] and then reach towards the front.

[15:37] Then you keep this movement going just a couple more times.

[15:40] Right thumb back, reach to the side.

[15:43] And your fingertips forwards, and right thumb back.

[15:48] And fingertips forwards.

[15:51] And one more time, this time try to really revolve,

[15:53] or rotate your heart all the way up towards the sky,

[15:56] maybe look up towards the sky, big stretch, big breath.

[16:01] And then exhale to release everything.

[16:04] Just take a second here, head over heart, heart over pelvis.

[16:09] Close your eyes and just evaluate how you feel.

[16:14] Left side of the torso and right side of the torso.

[16:23] Alright and then when you're ready

[16:24] take the right elbow down.

[16:33] This is a great one to kind of build focus

[16:36] on sensation over your shape.

[16:37] If you're just in extended side angle,

[16:39] there's temptation to just really get

[16:41] into that posture and nail the asana.

[16:43] So here we are focusing on the sensation over the shape.

[16:47] The left sits bone is gonna wanna come up here.

[16:50] So see if you can anchor, anchor, anchor,

[16:52] through the power of your breath,

[16:54] create more space to get that left glute down.

[16:59] Right shoulders over the right elbow here.

[17:02] And again if this is too much,

[17:04] if we need to tap into some deeper fuller breaths,

[17:07] and have more weeks of regular practice

[17:10] in order to get that elbow down then let that be the case

[17:13] and lift your right hand to the earth and take your time.

[17:20] There are so many shapes in yoga

[17:21] and just so many experiences that I have

[17:23] that I just never thought I would have.

[17:26] I never thought my body would have that spaciousness.

[17:28] In fact people ask me all the time,

[17:30] "Have you always been flexible?"

[17:32] And the answer is no way Jose.

[17:37] So use your breath here, in fact feel the inhale,

[17:39] feel the skin of your left lower back stretch.

[17:45] Also really really good for the body here.

[17:49] Not just your muscles lengthening,

[17:53] but so great for the kidneys.

[17:57] Make sure that you're not dropping your right shoulder,

[18:00] but keeping that awareness through the crown.

[18:04] And then now after you've taken a solid moment

[18:07] to evaluate, to notice the sensation

[18:09] and to check in with your breath,

[18:10] take your left fingertips and bring them

[18:12] right behind your left ear.

[18:16] It's more fun this way too.

[18:17] And then reach out to the right, big stretch,

[18:21] big, big, big stretch.

[18:22] Keep the left glute heavy so you're actively

[18:24] anchoring down through the top of the left thigh bone.

[18:27] And then here we go, left thumb pulls back, inhale.

[18:31] Exhale, just take your arm right to center.

[18:34] So you're reaching right out in front, and then here we go.

[18:38] Smoothing your left palm on an imaginary surface here,

[18:41] pull the left thumb back.

[18:44] And find your breath as you bring it back to center,

[18:48] and now continue this on your own.

[18:56] So good for the posture.

[19:02] You're gonna feel so awesome after this man.

[19:05] Pull the left thumb back, breath in.

[19:07] And exhale, smoothing your palm on imaginary surface,

[19:10] reach forward.

[19:16] Alright and then next time you pull your left thumb back,

[19:18] really pull it back, wrap that left shoulder blade around,

[19:21] open, revolve, chest up towards the sky,

[19:23] maybe look up, claw through your right fingertips,

[19:27] inhale, and exhale, come back to center nice and slow.

[19:33] Head over heart, heart over pelvis.

[19:36] Just take a second to

[19:39] evaluate, feel it out,

[19:42] relax your shoulders,

[19:44] lift up through your chest to your heart.

[19:51] Great inhale in, exhale,

[19:53] make your way to all fours nice and slow.

[19:57] Tabletop Position.

[20:01] Wrists underneath the shoulders,

[20:03] knees directly underneath your hip points,

[20:05] press into the tops of the feet,

[20:07] and claw through the fingertips, strong.

[20:11] Then imagine your front body really lifting up here

[20:14] to meet your back body.

[20:17] So lift everything up towards the sky

[20:19] so we're not collapsing to the ground

[20:20] but rather defying gravity and lifting up with awareness

[20:23] all the way to the ceiling.

[20:28] Then keep that awareness as you inhale drop the belly,

[20:31] and open the chest.

[20:35] Exhale, navel to spine, crown to the earth.

[20:41] Inhale, drop the belly, open the chest,

[20:45] move with your breath, exhale, rounding through.

[20:50] Inhale, open the chest.

[20:55] And exhale round through.

[20:58] Awesome inhale to Tabletop Position,

[21:00] bring the two big toes together,

[21:02] bring the knees as wide as the mat,

[21:04] and then send the hips back nice and slow,

[21:07] reach the fingertips actively towards the front edge

[21:10] of the mat or in my case towards Benji.

[21:14] And then inhale and then exhale melt your heart down.

[21:18] As you melt your heart down,

[21:20] option here to really lift the palms up

[21:22] and just press into the fingertips,

[21:24] get a little deeper stretch.

[21:27] And once again listening to the sound of your breath.

[21:30] Thinking about expansion as you inhale.

[21:34] And contraction as you exhale.

[21:37] And if that doesn't work for you just think about

[21:40] getting bigger and think full breath on the inhale,

[21:45] and then think about getting softer on the exhale.

[21:52] So bigger fuller on the inhale.

[21:55] And then softer almost a surrender on the exhale.

[22:00] Great now walk the hands off your yoga mat

[22:03] and over to the left, big stretch.

[22:05] Let the hips remain heavy here.

[22:07] Inhale, and exhale chin to chest.

[22:14] Beautiful inhale lift the chin,

[22:16] walk it all the way over towards the right side.

[22:20] Hips nice and heavy here, inhale, reach, look forward,

[22:24] and exhale, draw your chin to your chest.

[22:30] Awesome, slowly release, come back to center,

[22:33] press into the tops of the feet to come all the way back up.

[22:36] Walk the knees underneath the hips and here we go,

[22:39] Downward Facing Dog, nice and slow,

[22:42] so set your hands up with a meticulous love,

[22:46] and then curl your toes the same way.

[22:49] And when you're ready peel the tail all the way up.

[22:57] Pedal it out, feel a nice deep stretch

[22:59] through the backs of the legs.

[23:01] And see if you can really be present,

[23:03] I know it's hard to hear the sometimes, with the sensation.

[23:06] So perhaps close your eyes in order to do that.

[23:11] Create spaciousness in the shoulders.

[23:14] Whatever that means to you,

[23:15] maybe opening the elbow creases towards

[23:18] the front of your yoga mat.

[23:25] Maybe you're turning the big toes in just a bit.

[23:29] Maybe letting go of something that's been bugging you.

[23:35] Awesome then when you're ready anchor the left heel down,

[23:38] and send the right leg out,

[23:40] and then slowly bring the right knee all the way up and in

[23:43] as you step your right foot up, lower your left knee down.

[23:48] Fingertips are on the yoga mat and we just find soft

[23:50] easy movement here.

[23:52] Maybe walk that left knee back.

[23:56] Maybe not.

[23:59] Front knee over front ankle,

[24:00] start to open up through the chest, breathing deep.

[24:10] Great then plant your left palm.

[24:12] You're gonna open the right toes out towards the right

[24:15] edge of your mat and inhale,

[24:17] reach your right arm all the way up towards the sky,

[24:20] big stretch here, opening up through the chest.

[24:23] And then exhale bring your right elbow

[24:25] all the way down to the earth,

[24:28] coming into a lizard variation here.

[24:30] So if the forearms don't come down

[24:32] you can stay on the palms.

[24:34] Right toes stay turned out,

[24:36] and then I like to press into the top of my left foot here

[24:39] so I can get a deeper stretch.

[24:43] Listen to the sound of your breath.

[24:53] And then soften the skin of the face here,

[24:55] notice where you might be holding or clenching or griping.

[25:01] Maybe allow the head, the neck to relax down.

[25:21] And slowly make your way back up really, really, really slow,

[25:25] hands to the earth. Awesome, nice work.

[25:29] We're gonna keep the right hand where it is,

[25:30] we're gonna look back to the left toes.

[25:33] We're gonna lift the hip points back up,

[25:37] excuse me, and then slowly we're gonna shift,

[25:40] so lift the hip points up just to come back,

[25:42] and then lift the left toes and see

[25:44] if you can grab your left foot with your left hand.

[25:48] If you're good here, you might continue the stretch

[25:51] by slowly sinking the hips back all the way up forward.

[25:57] Okay, if this is too much maybe you walk your right heel in.

[26:01] Another option is to come against a wall

[26:03] and bring your left foot right to the wall,

[26:06] so you can kinda work your way back

[26:08] and forth up to the wall.

[26:09] We need to do a wall series.

[26:13] Great, last but not least, you might flip the hand

[26:16] so that it comes to the left arch here

[26:19] and then just open up here, open up through the chest,

[26:22] just an option, just trying to give different variations

[26:25] for different folks.

[26:26] Breathing deep, breathing deep, breathing deep.

[26:29] Notice the awareness I have through my danda, crown to tail.

[26:36] So again a full body experience.

[26:38] We'll slowly release the left foot.

[26:42] Hands will come to the earth, I'll curl the toes under,

[26:45] lift the back knee.

[26:46] Send the right toes back, take a deep breath in,

[26:50] Plank Pose, exhale, lower all the way to your belly.

[26:57] Inhale, Cobra, press into the tops of the feet,

[27:00] moving nice and slow, listen to the sound of your breath.

[27:04] And exhale, release.

[27:07] Curl the toes under, press back up to Tabletop Position,

[27:10] all fours and then Downward Facing Dog, nice and slow.

[27:15] Enjoy the journey, how you get there.

[27:20] Listen to your breath, start to get a little weird here.

[27:25] Surprise yourself, feel your fingertips really

[27:27] pressing into the earth, stretching.

[27:31] Go there, find a little more depth.

[27:35] And then as you're ready anchor the right heel

[27:37] and send the left leg out.

[27:41] And then slowly bring that left knee all the way in

[27:44] as you step the left foot up, lower your right knee down.

[27:49] So just do a little housekeeping,

[27:51] get your alignment, find your breath,

[27:55] and slowly start to open up through the chest.

[28:06] Walk the right knee back if you need a little more.

[28:10] And squeeze the inner thighs to the mid line.

[28:21] Now as you're ready right hand comes down

[28:23] and left toes open up towards the left side of the mat.

[28:26] Big inhale, think expansion,

[28:29] so pull the left hip crease back and open the left

[28:31] fingertips towards the sky,

[28:33] again inhalation means expansion,

[28:35] full, open, big breath, big stretch.

[28:40] And then exhale, bring your left,

[28:42] gotta bring your left hand over,

[28:44] so bring your left elbow all the way in,

[28:47] all the way in, all the way in and down.

[28:50] Elbows come to the ground, forearms to the ground,

[28:52] if not maybe hands on the earth,

[28:54] or even fingertips on the ground or block.

[28:58] You can open your left foot out a little more

[29:00] if it feels right in your hip, breath deep.

[29:07] And then pressing into the top of your right foot

[29:08] for a little stability here.

[29:11] Keeping the shoulders full of awareness.

[29:16] So that just means that we bring our attention

[29:18] to our shoulders so they're no just clenching here.

[29:22] But again we're thinking of the body as one moving part.

[29:28] Finding that yoga, that union.

[29:30] That's what allows us to go deep.

[29:37] And then once you feel like you're situated here,

[29:40] for lack of better words,

[29:41] soften your gaze or close your eyes,

[29:43] and maybe bow your head,

[29:45] relax the neck, and breathe longer fuller breaths.

[30:04] Notice where your thoughts go and notice

[30:07] how you feel in your chest and your heart and your belly,

[30:11] keeping the tension.

[30:14] We'll slowly release, take your time, come out.

[30:18] Left hand's gonna stay on the earth,

[30:20] we're gonna bring the hips up and back just a bit,

[30:23] so that we can safely come to lift the right toes up

[30:27] and reach the right fingertips back.

[30:28] Now you might not make it and you might have to

[30:31] pad the knee or double up on the mat here,

[30:33] but I'm on the front here and I'm just reaching back,

[30:35] just checking to see if I can grab it,

[30:37] if not I'll save it for another day.

[30:40] Being up on a block here on the left hand

[30:42] does help give you a little space.

[30:46] And then if you feel alright here create a little stability

[30:48] by opening up through the chest,

[30:49] lengthening through the crown.

[30:53] Yogi's choice to drop the hips a little deeper.

[30:57] But listen to your body and let your breath

[30:59] be that constant barometer.

[31:04] So we revolved the chest earlier,

[31:05] you might find that opening bringing the right hand

[31:08] to the inner arch here, breathing deep.

[31:18] And then slowly releasing, come back.

[31:24] Lift the back knee up as you're ready.

[31:27] And here we go, stepping left toes back, Plank Pose.

[31:32] Create one nice long piece from the crown to the tail,

[31:35] claw through the fingertips, inhale.

[31:38] Exhale, lower all the way down to the belly.

[31:42] Loop the shoulders, pull the elbows back, big inhale, Cobra,

[31:48] and then exhale, release.

[31:51] Nice, press up to all fours.

[31:54] Bring the knees into the center of your mat,

[31:57] and we'll send it back balasana.

[31:59] Belly to the tops of the thighs.

[32:01] Fingertips all the way to the back edge of your mat,

[32:06] rest your forehead on the earth

[32:07] and allow your shoulders to get really heavy here.

[32:28] Awesome, slowly take your time coming back up,

[32:31] bring the hands in front, walk the knees out,

[32:35] and actually let's go ahead and turn to,

[32:37] come to the side of our mat,

[32:41] or rather longways on the mat.

[32:43] So your hands will come off the mat

[32:44] and your knees will stay on the mat.

[32:46] And then you're gonna walk the knees out just a bit.

[32:49] Little bit wider than the hips,

[32:51] and you're just gonna check out how you're feeling here.

[32:54] And then if you feel good you're gonna open the toes

[32:57] right to left and we're gonna slowly come

[32:59] into a little froggy variation here.

[33:01] Maybe you come onto the elbows.

[33:05] And the breath is so very, very, very important here

[33:08] as you drop the heels down to the earth.

[33:12] Then you can use a block or pillow here for your forehead

[33:15] or your elbows if you wanna do this,

[33:18] outside of this practice but just breathing deep,

[33:20] we're not gonna be here for long,

[33:22] so breathe, breathe deep.

[33:24] Some people will be able to go a lot deeper here,

[33:27] but just take your time.

[33:29] Notice what comes up.

[33:38] And then take the last three, four, five breaths

[33:42] to go ahead and close your eyes and allow the head

[33:44] and the neck to relax here.

[33:47] Keep the feet active please,

[33:49] just a little energy in the toes.

[33:51] Lots of awareness in the shoulders.

[33:54] Breathing deep.

[34:07] And then this is when you wanna give up before it's over

[34:09] so stick with it for one more cycle of breath, you got it,

[34:12] you got it, you got it.

[34:19] Alright from your core strength navel draws up,

[34:21] and that's what brings us out of it nice and slow,

[34:24] pressing into the palms, walking the knees back.

[34:29] Alright curl the toes under and for just a moment

[34:32] you're gonna send the hips back on the heels,

[34:36] and you're gonna use the palms

[34:37] to walk up, up, up, up, up the thighs.

[34:40] And you just knead the top of your hip crease here

[34:42] just a couple of times.

[34:49] Sweet, awesome, we're gonna come forward,

[34:53] you're gonna walk the right knee in front,

[34:56] you're gonna pick the left knee up,

[34:57] and you're gonna cross it around.

[34:59] So if this is new for you, take your time, peek at me.

[35:01] We have the right knee in front of the left.

[35:04] Then I'm gonna bring my toes as wide as the mat,

[35:07] so you'll come back to face the front of your mat.

[35:09] And here we go sending the hips back Gomukhasan, Cow Legs.

[35:15] So I love coming into this shape from all fours,

[35:19] it helps me quite a bit so give it a try,

[35:22] keep the toes active, send the hips back.

[35:25] And then you can stay here, fingertips reaching forward.

[35:28] You can also tuck the chin.

[35:31] Maybe you bring the hands behind the back,

[35:34] clasp opposite elbows, open the chest.

[35:41] Maybe hands come to the arches.

[35:49] So whatever variation you're choosing today,

[35:52] make sure you are syncing up with your breath here.

[36:02] Give the thinking mind a break now, and just breathe.

[36:08] Our practice is almost done, you're doing amazing.

[36:15] Bringing peace and harmony to the body

[36:17] because, well, you deserve it.

[36:27] To come out slowly reach the fingertips forward,

[36:30] lift your center up in space, send your heart forward.

[36:34] Then nice and easy we'll unravel, come back to all fours,

[36:37] reset, you can take a Cat-Cow here if you like.

[36:40] And we'll take it to the other side whenever you're ready

[36:42] by bringing the left knee forward,

[36:44] lifting the right knee up bringing it behind.

[36:47] And finding your Gomukhasan, Cow Legs on the other side.

[36:52] So take it nice and slow, keep the toes awake.

[36:57] Notice how this side is perhaps very different.

[37:06] This is such a great shape even though it can

[37:09] be a little bit of a bugger,

[37:10] because if you do a lot of activity,

[37:12] like you put a strong load on your body a lot,

[37:15] like say you play a sport or you do active strength training

[37:17] then it's great for you.

[37:19] But it's also great if you don't,

[37:20] if you just sit at a desk all day,

[37:22] and you're wanting to bring more activity in your life,

[37:25] this is just a win win for me in my opinion, Gomukhasan.

[37:30] So get down low.

[37:33] And find the variation on this side that works,

[37:35] that feels good for you today.

[37:48] And once again give your thinking mind a break.

[37:54] Literally listen to the sound of your breath

[37:58] and welcome peace and harmony and spaciousness

[38:00] to your body, to your mind.

[38:08] You deserve it.

[38:24] From your center, so from your middle,

[38:27] so you're not just pressing your hands into the earth,

[38:29] but it's coming from a real place.

[38:31] Again, create a full body experience, begin to roll up.

[38:35] And this time from here unravel the legs,

[38:38] we're gonna take them nice and wide.

[38:39] So you might, depending on where

[38:41] you are in your room or your space,

[38:42] or maybe you're on the beach, if you are, awesome.

[38:46] Just gonna take the legs nice and wide

[38:48] and so you can stay facing forward

[38:50] or you can bring it to the side.

[38:53] And if you're like me I used to try to always

[38:55] like prove something, I'd like wanna show

[38:58] I could do the splits.

[38:59] Back up off just a bit, back up off.

[39:04] And take the toes up towards the sky,

[39:07] and the thigh bones nice and heavy.

[39:12] And then fingertips will start to come forward nice and slow

[39:15] keeping the toes up towards the sky

[39:17] and the thigh bones nice and heavy.

[39:18] You'll begin to come forward

[39:20] and maybe you come onto the forearms here, maybe not.

[39:24] Maybe in time you come lower to the ground.

[39:28] I highly recommend listening to the sound of your breath

[39:32] but also finding soft easy movement here that feels good.

[39:36] Just keep those toes up towards the sky.

[39:39] Thigh bones nice and heavy and you'll be nice and safe here.

[39:41] Keep breathing deep, eventually letting

[39:44] the crown of the head relax.

[39:47] And maybe even the corners of the mouth

[39:50] begin to lift a little bit here.

[39:57] This is our last stretch so,

[40:01] see if you can really bring the yoga part.

[40:05] Listen to your body, listen to your breath, your spirit.

[40:11] For me, deep stretch is not just about

[40:13] oh the deep stretch the muscle,

[40:15] it's about creating depth in practice,

[40:20] waking up to the experience that is your,

[40:26] body and breath synchronizing.

[40:31] Your nervous system,

[40:35] calming, slowing down.

[40:39] Everything.

[40:46] Take a second if you haven't already to close your eyes,

[40:50] and just witness the unfolding as you breathe deep.

[40:56] Softening through the jaw, relaxing through the shoulders.

[41:03] Finding a fullness and expansion as you inhale,

[41:07] and a softness, a surrender,

[41:08] maybe the heart melting down as you exhale.

[41:27] Notice how by just sticking with it here,

[41:29] you already begin to create more space.

[41:41] And if the mind is strong today,

[41:45] just know you're not alone.

[41:50] That's where you are and that's what

[41:51] you're working your way through.

[41:58] Strong mind.

[42:08] Slowly bring your awareness to the space

[42:10] between your navel and your spine,

[42:12] and from there begin to slowly make your way back up.

[42:18] Awesome work, bring the legs together nice and slow,

[42:23] and come to lie flat on your back.

[42:31] Bring the feet as wide as your yoga mat, and let the knees,

[42:35] so don't hug your knees up to the chest,

[42:37] but keep your feet on the ground,

[42:38] we're doing something different than before.

[42:40] And allow your knees to fall to the right,

[42:42] so you're creating like a 90 degree angle,

[42:44] or what feels like a 90 degree angle with the legs.

[42:48] Breathing deep, let your hands just rest gently

[42:50] on your belly or your ribs.

[42:54] And then windshield wiper over to the left.

[43:02] Nice long smooth deep breaths.

[43:05] Go ahead and bring it back to center.

[43:08] And send the legs out long one at a time,

[43:10] arms out gently by your side.

[43:16] Snuggle the shoulder blades underneath your heart space,

[43:20] your chest, and take the deepest breath you've taken all day

[43:25] all morning, noon or night, whenever you're practicing.

[43:32] Use your exhale to relax the weight of your body

[43:35] completely and fully into the mat.

[43:40] And close your eyes.

[43:44] And see if you can soften everything, relax everything.

[43:52] Take a second to notice how you feel.

[44:03] You did awesome work today.

[44:05] Repeat this practice regularly to witness

[44:10] the unfolding and to grow your practice.

[44:15] So a lot of times these heavy vinyasa classes

[44:19] need the backup of a nice in depth stretchy,

[44:23] slow breath pranayama focus practice,

[44:25] so repeat this one regularly,

[44:27] stay here as long as you can,

[44:28] otherwise start to wiggle the toes, wiggle the fingers.

[44:35] And bring the hands together and we'll bring

[44:36] the thumbs right up to the third eye.

[44:39] The light in me recognizes and honors the light in you.

[44:45] From my heart and Benji's heart, to yours, namaste.

[44:51] (upbeat music)

The session teaches breathing as a cycle of expansion and contraction: inhale to lengthen and create space, exhale to draw the navel in and deepen the shape. Adriene describes it as an expansion on the inhale and a contraction on the exhale, using the breath to move the stretch 'a little deeper' and allow it to unfold.
The video's description says it is designed for the lower back and hips, with a focus on hip openers like the one-legged stirrup and figure four. It also suggests repeating the practice weekly to notice how the experience changes over time.
The video offers a clear modification: lift the opposite knee and firmly plant that foot on the ground for more stability. You can also keep the bent knee grounded with the sole of the foot down, which keeps the hip work while reducing the load.
Yes, according to the video, beginners will often feel a little shake during these lifts. Adriene says that experienced students can work with the subtle body by scooping the tailbone, drawing the navel down, and relaxing the shoulders, and she frames the shaking as a sign of building strength.
No special equipment is required, but the session suggests simple adjustments for comfort. Padding the knee or doubling up the mat on a hard floor is recommended when kneeling or positioned on the knees.
The channel states that it welcomes all levels, all bodies, and all genders, and the session repeatedly offers modifications such as grounding a foot or bending a knee. Beginners can focus on the breath cycle and the easier options before working toward the deeper shapes.
The video's description recommends repeating it weekly and paying attention to how the experience changes and unfolds. Repetition allows the breath cues and hip openers to become familiar, so changes in flexibility, stability and sensation become easier to notice.
