[0:00] Hi everyone. Thank you for joining me.
[0:02] My name is Cassandra and I'm going to
[0:04] take you through this intermediate full
[0:06] body venyasa flow class. If you know me
[0:09] and you've done my classes before, you
[0:11] know that I like to make them very
[0:12] stretchy, so this is very much a
[0:14] flexibility oriented class. Also, a
[0:17] little bit of balancing poses as well.
[0:20] We're going to start standing up. No
[0:22] props are required. So, you can just get
[0:24] yourself up at the top of the mat.
[0:26] [snorts]
[0:28] And before we get into the lower body,
[0:31] we'll start to open up through our chest
[0:33] and through the spine. So, think of
[0:34] lengthening tailbone down, drawing the
[0:36] belly in, feet hipwidth distance apart,
[0:38] and really roll the shoulders down and
[0:41] away. Almost like you're bringing the
[0:43] shoulder blades back together without
[0:46] puffing the chest out too much. And you
[0:49] can close your eyes here, taking a few
[0:52] deep breaths, trying to find your center
[0:55] of gravity in this mountain pose.
[0:58] so that you're not leaning forward or
[1:01] backwards too much.
[1:05] Stretching up through the crown of your
[1:07] head.
[1:10] Let's add the arms with our breath. As
[1:13] we inhale, circle and reach the arms all
[1:16] the way up. Maybe lift and look up as
[1:18] well. Little back bend. And as you
[1:20] exhale, just bring those arms back down
[1:23] twice more. Nice and simple here.
[1:25] Inhale.
[1:26] >> [snorts]
[1:28] >> and exhale
[1:31] pressing it down. Last time inhale.
[1:35] Interlace your hands. Release the thumbs
[1:38] and the index. And let's find a side
[1:39] bend. You can push out into that right
[1:42] hip as you lean to the left.
[1:45] Inhale through to center and side bend
[1:48] the other way. Pushing out into our left
[1:51] hip.
[1:52] Once more each side. lift
[1:56] and bend
[2:00] center
[2:02] and over to the side.
[2:05] Come back up through to center. Let's
[2:07] cactus through our arms. So, bend the
[2:09] elbows at a 90° angle. Squeeze the
[2:12] shoulder blades behind you. Find a
[2:13] little back bend. Tilting up and back.
[2:18] and then contract.
[2:21] Bringing those forearms together to
[2:23] touch and we'll bring our arms down
[2:26] towards the mat. Let's tuck and roll our
[2:28] way down. Chin to chest, nose to naval,
[2:31] crown of the head slowly making its way
[2:33] down towards the mat. Bend your knees at
[2:36] any time that it feels good here.
[2:39] And we're just pausing for a moment in
[2:42] this forward fold before bending the
[2:45] knees a little bit more, pushing into
[2:47] the heels, and slowly rolling ourselves
[2:50] up inch by inch. I want you to focus on
[2:53] feeling a stretch and an opening along
[2:55] the spine. So we tuck and roll.
[2:59] Rippling down like a wave.
[3:02] Softness in the knees.
[3:06] [snorts and sighs]
[3:07] And we roll ourselves back up.
[3:14] Last time.
[3:16] Tuck and roll. And we'll stay down this
[3:19] time so that we can step our left foot
[3:21] to the back of the mat. Drop that left
[3:24] knee down and find your low lunge. So
[3:27] fingertips can frame that front foot.
[3:29] I'm going to stay lower in this first
[3:32] variation of the pose with the toes
[3:34] curled back and under, pressing the hips
[3:38] forward and down.
[3:44] And now flattening the palms, let's find
[3:46] our three-legged dog. Right leg is going
[3:49] to stretch all the way up and back. Bend
[3:52] your right knee and open up that hip.
[3:55] Press down through that right shoulder.
[3:57] So you're not twisting through your
[3:59] chest or really isolating through your
[4:01] hips.
[4:03] And we'll step that right foot through
[4:05] once more between the palms, but this
[4:08] time come up into your high lunge. So
[4:10] the back knee is off the mat. Little
[4:13] bend into that back knee here as we lift
[4:16] all the way up.
[4:18] Let's open and interlace our hands
[4:21] behind the lower back. [snorts] Roll the
[4:24] shoulder blades or sorry, roll the
[4:25] shoulders back. Squeeze the shoulder
[4:27] blades and try to lift the knuckles off
[4:29] of the tailbone. Maybe adding a tiny
[4:32] little back bend here if you'd like.
[4:34] [snorts]
[4:37] And we'll just tilt forward a little bit
[4:40] coming into our warrior 3. Keeping this
[4:44] clasped hand variation. So I'm pushing
[4:48] off of that left leg to balance on the
[4:51] right.
[4:52] Trying to stay parallel to the ground.
[4:55] Not dipping the chest any lower than
[4:57] that.
[5:01] One more breath in here
[5:04] and come all the way up.
[5:07] [sighs and gasps]
[5:08] Inhale. Arms reach up. Exhale. Fold
[5:12] down. Our half venyasa here. Inhale.
[5:15] Flat back. Halfway lift. And then stay
[5:18] in the forward fold. Let's find our low
[5:21] lunge. The second side. Right foot steps
[5:23] back. Right knee comes down to the mat.
[5:26] And you can stay up onto the fingertips.
[5:28] Working on opening through those hip
[5:30] flexors
[5:33] [sighs]
[5:34] with the back toes curled under.
[5:38] Pulling that heart forward so you're not
[5:41] collapsing through your chest. And you
[5:44] can flatten the palms. Finding your
[5:46] three-legged dog. That left leg will
[5:47] extend all the way up and back. Bend
[5:50] your left knee. Open up that hip. And
[5:52] even push down a little bit into that
[5:54] right heel. So you're stretching through
[5:56] your calf and ankle.
[5:59] We find our high lunge. Left foot
[6:02] forward.
[6:03] Feet are hipwidth distance apart. Lift
[6:06] yourself up. Little bend into that back
[6:09] knee. And we're going to interlace our
[6:10] hands the more unusual way. So get your
[6:13] other thumb on top. Lift the knuckles
[6:16] off of the tailbone. straightening the
[6:19] arms, lifting through the chest, and
[6:22] just start to tilt a little bit to work
[6:24] on transferring the weight into that
[6:27] left leg as we find our warrior 3.
[6:31] Trying not to dig the toes into the mat.
[6:35] [snorts]
[6:36] Keep your gaze steady on something
[6:38] that's not moving.
[6:45] And we come all the way up to stand.
[6:48] Release the arms. Let's take our full
[6:50] flow this time. Inhale. Arms rise.
[6:54] Exhale all the way down.
[6:57] Halfway lift.
[6:59] Plant the palms. Step it back to plank
[7:02] pose before lowering to your stomach.
[7:04] Elbows close to the sides of the ribs.
[7:07] Inhale. Cobra.
[7:10] [snorts]
[7:11] And press it down. Let's press back to
[7:13] child's pose. Big toes together, knees
[7:16] apart.
[7:18] And for this variation, I'm going to
[7:20] bend my elbows, palms together, and
[7:22] bring my thumbs towards the back of my
[7:24] neck so that I'm stretching into my
[7:26] triceps a little bit.
[7:31] [sighs]
[7:34] Three deep breaths here.
[7:44] >> [snorts]
[7:47] >> Let's straighten our arms. We're going
[7:49] to keep our forearms down on the mat.
[7:50] We're finding our dolphin pose. So, you
[7:53] want to kind of be able to wrap and grab
[7:55] a hold of your biceps. So, just make
[7:56] sure you're not too wide here with your
[7:58] elbows. Similar to downward dog, we lift
[8:01] our hips all the way up and back. So, we
[8:04] do need quite a bit of shoulder and
[8:06] upper body strength here in this pose.
[8:08] Think of lifting and keeping the crown
[8:10] of your head lifted off of the floor.
[8:13] So, not collapsing it down.
[8:16] Pressing your chest back, walking those
[8:18] feet further in. Let's lift our heels up
[8:21] as high as they can go. Right leg
[8:23] extends up. Just hold here.
[8:27] Breathe into it. Keep pushing into your
[8:30] arms.
[8:32] Right foot comes down. Switch sides.
[8:34] Left leg rises. Big stretch through your
[8:37] hamstrings here while of course working
[8:40] the upper body quite a bit.
[8:43] Let's bring that left foot down. Walk
[8:44] the feet back. So you're in your forearm
[8:46] plank. We're going to come into a side
[8:49] forearm plank. So you might want to
[8:50] rotate that arm so it's parallel to the
[8:53] shorter edge of your mat. Right or
[8:55] sorry, left arm extends up and over. Big
[8:58] side body stretch. Pushing the feet into
[9:00] the floor to lift up. And instead of
[9:03] going right away to the other side,
[9:05] you're actually going to let your hips
[9:07] come down and take a side sphinx
[9:10] stretch. So you might want to lift your
[9:12] elbow off the mat.
[9:15] And you can kind of let yourself sink
[9:17] into that shoulder here if that feels
[9:19] good.
[9:21] [sighs]
[9:27] Let's find our regular sphinx pose. Both
[9:30] elbows on the floor.
[9:32] pulling your chest forward,
[9:36] rolling the shoulders back,
[9:43] releasing all the way down. Let's find
[9:45] our locus pose. So, I'll give you
[9:47] options with the arms. I'm going to do
[9:48] it with my arms extended out if that
[9:50] feels like too much. Keep your arms back
[9:53] and we're just lifting everything up.
[9:58] So, working on that posterior chain,
[10:01] all those muscles along the spine.
[10:05] Breathing deep. Last big breath in here.
[10:10] And let's lower down. You can roll over
[10:13] onto your left elbow, left hip. Find
[10:16] your side plank pose first. [snorts] So,
[10:19] pressing and lifting up. Right arm
[10:21] reaches up and overhead.
[10:28] lifting out of that left shoulder. And
[10:31] then we find our side sphinx. So your
[10:33] hip can come down and you can prop
[10:35] yourself up. Maybe lifting a little
[10:37] higher into the stretch. Finding that
[10:40] deep banana shape with the body.
[10:51] We lower back down into our sphinx pose.
[10:54] Once more, just [snorts] like before.
[11:00] And I'll give you a choice here. Either
[11:02] repeating your locust pose, same thing
[11:04] that we did before, or if it's
[11:06] appropriate for you, you can come into
[11:08] wheel pose instead, bending into the
[11:10] knees, grabbing a hold of the feet. Try
[11:13] to keep your knees hipwidth distance
[11:15] apart as you press and lift up. So, I
[11:19] never want you to feel any kind of
[11:21] pinching, jamming, or pain in your lower
[11:24] back. We're looking for a sense of
[11:26] expansion.
[11:30] One more big breath in here.
[11:34] And let's release back into child's
[11:36] pose. This time we'll do the seed
[11:38] version of child's pose. So, keep your
[11:40] knees together. Really round and stretch
[11:43] that out. [snorts] Arms can reach back
[11:46] behind you.
[11:49] Three breaths here. [sighs and gasps]
[12:01] All right, let's come to take a seat
[12:03] into a few seated hip openers. From
[12:05] here, another choice for you. You can
[12:08] either come into traditional variation
[12:10] of square pose where you bring your
[12:13] right shin directly on top of the left
[12:16] one. So, my right foot is over my knee,
[12:19] knee over the ankle.
[12:21] I don't know why it's called square
[12:22] pose. If you look down, it looks like a
[12:24] triangle. If this is too much for the
[12:26] hips, you can just have your shin
[12:29] slightly staggered in front of the left
[12:32] one. So, choosing the hip opener that
[12:34] feels the best to you today. And instead
[12:36] of folding directly forward, you're
[12:38] going to rotate over towards that right
[12:40] foot. And then start to crawl those
[12:43] hands out.
[12:46] [sighs]
[12:55] Taking five breaths here.
[13:01] This requires a lot of external hip
[13:04] rotation
[13:06] plus adding a forward fold. So, it is a
[13:08] more intense intermediate pose. Don't
[13:11] feel like you have to fold all the way
[13:14] down. I want you to still be able to
[13:16] breathe deeply
[13:19] to not hold tension anywhere else in
[13:21] your body just for the sake of
[13:26] stretching a little bit more into your
[13:28] hips.
[13:34] And let's go ahead and lift ourselves
[13:36] up.
[13:38] Before we go to the other side, let's
[13:39] find our reverse tabletop pose. Feet
[13:41] flat to the floor. Hands shoulderwidth
[13:45] distance apart. Press and lift yourself
[13:47] up.
[13:51] And let's bring that down. Same thing to
[13:54] the other side. So this time your left
[13:55] shin is either stacked on top of the
[13:59] right one or slightly in front of it.
[14:03] And we're all going to fold over this
[14:05] time towards our left foot or towards
[14:08] our right knee.
[14:14] You might notice that one side it's a
[14:16] little bit easier than the other.
[14:20] [sighs]
[14:26] Try to find some ease
[14:28] in the pose as much as possible even
[14:32] when it's challenging.
[14:48] [sighs]
[14:50] One more deep breath in here
[14:57] and let's lift it up. Either going back
[15:00] to reverse table or you can make it a
[15:02] little harder and do your reverse plank
[15:04] pose instead with the legs straight.
[15:06] Same principle. We're working on tucking
[15:08] tailbone under and lifting the hips up.
[15:17] And as the hips come down, let's all
[15:20] lower onto our backs. You can pull your
[15:22] knees in towards your belly.
[15:27] Maybe [snorts] rocking a little bit side
[15:29] to side
[15:31] if you'd like. Come into your happy baby
[15:33] pose.
[15:35] Grabbing a hold of the big toes. Using
[15:37] your elbows to push knees and thighs
[15:40] open a little wider. Press your tailbone
[15:42] and your hips into the floor. Try not to
[15:45] let them curl and lift up too much.
[15:58] You might play around with straightening
[16:00] one leg
[16:04] in this happy baby pose. And if you're
[16:07] doing that, switch sides. Straightening
[16:10] the other leg.
[16:17] Coming back through to center. Let's
[16:20] release. Let's find our bridge pose.
[16:22] Feet are hipwidth distance apart. Walk
[16:25] the heels in towards your seat. Think of
[16:27] imprinting, pressing that lower back
[16:29] into the mat before scooping to lift the
[16:33] pelvis off of the floor. Actively
[16:35] pushing your arms into the mat.
[16:40] hugging through the inner thighs a
[16:42] little bit
[16:47] and we lower ourself down inch by inch.
[16:50] We're coming to shavasana might feel
[16:52] good to windshield wiper motion the
[16:55] knees a little bit. Check in to see if
[16:57] there's anything that would feel good
[16:59] for you
[17:01] before settling into this final resting
[17:04] pose. We'll be here for about 3 minutes.
[17:11] So take the time [sighs and gasps] to
[17:13] settle, to get comfortable.
[17:16] [snorts]
[17:19] [sighs]
[17:26] Even in a short practice, we were able
[17:28] to fit in quite a bit.
[17:32] So notice where you feel this in your
[17:34] body.
[17:36] What this practice may have done
[17:40] for your frame of mind,
[17:45] to your breathing,
[17:48] to your emotional state
[17:58] without getting caught in overanalyzing
[18:03] or simply observing.
[18:08] and allowing ourselves to do less, to
[18:10] let go,
[18:13] to fully soften.
[18:18] And I'll let you know when we'll get up
[18:20] and close.
[18:22] Staying here for a little while longer.
[20:02] Let's deepen our breath as we reawaken
[20:05] ourselves
[20:08] from this short rest and move a little
[20:10] through our fingers, our toes, or
[20:12] turning our head side to side.
[20:16] [gasps] Extend your arms up overhead.
[20:19] Big stretch. Fingertips
[20:22] to toes.
[20:25] And we'll turn to one side. Lifting
[20:27] ourselves up to take a seat.
[20:36] Sitting up tall.
[20:39] [snorts]
[20:42] Hands come to heart center.
[20:45] Let's close by chanting Om one time.
[20:49] Inhale to chant. [snorts]
[20:52] Oh,
[21:04] thank you so much everyone for doing
[21:06] this intermediate full body flexibility
[21:09] flow with me. I hope it felt really good
[21:11] in your body and hopefully you feel
[21:13] comfortable, grounded, expansive. Those
[21:16] are the words that came to me in my mind
[21:19] as I was practicing it. Please leave me
[21:21] a comment before you go. Do subscribe if
[21:24] you don't already. And hopefully we will
[21:26] meet on the mat again together very
[21:28] soon.
