[0:00] welcome to the sweet little practice to
[0:04] free open your lower back sit in any way
[0:08] that's comfortable for you and take a
[0:10] deep breath with me now as you next
[0:17] inhale squeeze your shoulders up to your
[0:19] ears and as you exhale relax your
[0:21] shoulders down do that a couple more
[0:23] times draw all the tension up up up
[0:28] exhale the shoulders back and down now
[0:30] go in the other direction shoulders go
[0:32] back up forward and down let your head
[0:39] Circle in one direction really slowly to
[0:43] check in with the neck today then now
[0:51] circle your head in the other direction
[0:53] go really slow
[0:59] be aware of your breath and eventually
[1:06] you'll meet me with your right ear
[1:13] dropped over towards the right shoulder
[1:15] lift your chest and breathe into the
[1:18] left side of your neck and you could
[1:20] reach your left arm out to the left left
[1:24] fingertips just hovering off the ground
[1:29] look down towards your right thigh tuck
[1:32] your chin down a touch and breathe into
[1:34] the back of your neck here and lift your
[1:38] chin a touch
[1:43] roll your chin down to your chest and go
[1:46] over to the other side so that your left
[1:47] ear hinges over to your left shoulder
[1:51] and maybe walk your right fingertips
[1:53] over out of your right hip feel nice
[1:59] tractioning out the whole right side of
[2:01] your neck and eventually turn your chin
[2:03] down towards your left armpit deep
[2:07] breath and then tip your head back
[2:13] slightly
[2:16] another big breath into the right side
[2:18] of your neck
[2:26] bring your head up right through Center
[2:30] no what is your neck
[2:35] notice your breath
[2:47] you might want to adjust your position I
[2:49] will and especially nice to have the
[2:51] inner thighs and the knees together when
[2:53] our low backs are feeling extra
[2:55] sensitive and then eventually you can
[2:57] lace your fingers flip your palms
[2:58] forward reach your arms up and as you
[3:01] exhale take your arms behind you and
[3:04] interlace your fingers behind your low
[3:05] back again inhale your arms forward and
[3:09] up and as you breathe out release your
[3:15] arms down behind you and clasp your
[3:17] hands your palms facing in moving with
[3:21] breath inhale arms forward and way up as
[3:29] you exhale your arms come behind you
[3:33] clasp up your palms together shoulder
[3:36] blades squeeze onto the back do that
[3:40] again
[3:53] make the movement last the duration of
[3:56] your breath make your way onto hands and
[4:03] knees onto all fours with your hands
[4:05] shoulder-width apart and now pick a spot
[4:07] to look at kind of between your hands
[4:09] and just moving through the low back
[4:11] tuck your tailbone in just isolating the
[4:14] pelvis first and as you inhale tilt your
[4:18] sit bones up keep gazing between your
[4:20] hands exhale tuck your tailbone again
[4:24] inhale send your sitting bones up exhale
[4:27] tuck in you can keep doing that or now
[4:30] full cat-cows lift your heart as you
[4:32] inhale on the exhale duck your chin into
[4:36] your chest as your tailbone tucks inhale
[4:41] soften your belly down open your chest
[4:43] and on the exhale round and draw your
[4:48] navel up into your body flow a couple
[4:52] more times
[5:00] do a lot of therapeutic movements to
[5:03] help free the spine and the low back
[5:06] today you always go at the pace that's
[5:10] right for you and always choose the
[5:12] options that are right for you
[5:18] coming to a neutral spine I'll get you
[5:20] to walk your hands over to the left so
[5:22] your hands are still shoulder-width but
[5:24] your off-center a little through the
[5:26] hands and do those same cat-cows here
[5:28] arcing and rounding in you might feel a
[5:33] little more through the right side just
[5:35] be mindful of that be gentle with your
[5:40] body and your breath
[5:54] you'll walk your hands through Center
[5:56] and off to the right right hand it's
[5:58] pretty far off the right side of your
[6:00] mat cat-cow iing through the spine
[6:07] notice just how deep you can make every
[6:11] breath
[6:23] finishing up here walk your hands back
[6:29] through Center for Child's Pose
[6:35] try your knees about shoulder width
[6:37] apart not too wide and your arms
[6:40] outstretched in front send every inhale
[6:48] into the low back as though you could
[6:51] broaden across the low back and every
[6:54] exhale to let your whole body ground
[6:56] down let go and if you find that you
[7:05] want to stay here in Child's Pose longer
[7:07] do that come to Child's Pose at any
[7:10] point during the class for a little bit
[7:13] more in your lats and in the sides of
[7:15] your waist prayer your hands and begin
[7:18] to bend at your arms so your prayer
[7:20] comes to the back of the neck and
[7:22] straightening your arms your pinky
[7:23] fingers come back down onto the mat a
[7:25] couple times just bending your arms
[7:27] maybe for an extra breath here and maybe
[7:33] returning your arms towards straight
[7:35] prayer hands for an extra breath
[7:48] if you're gonna keep moving with me
[7:50] we'll make our way up into
[7:53] downward-facing dog have your feet
[7:56] hip-width apart nice little bend in your
[7:59] knees and now with your feet on the
[8:02] ground just start to straighten your
[8:04] right leg a little more keep a deep bend
[8:06] in the left knee and if you can get your
[8:08] right heel lower towards the Earth
[8:10] you'll feel a nice release and your
[8:12] right Achilles and your right calf after
[8:15] another breath switch sides so that your
[8:17] left leg is straighter good bend in the
[8:19] right knee take your time here really
[8:27] pressurize your hands and all your
[8:29] finger is down into the mat and just
[8:30] switch sides again through the feet a
[8:32] couple extra breaths and then switch
[8:41] slowly walk your feet up to the front of
[8:45] your mat and we'll start in a really
[8:48] nice kind of variation of a fold for
[8:52] those with low back sensitivities today
[8:54] good bend in your knees elbows rest up
[8:56] on your thighs or perhaps a little lower
[9:01] fingertips on the ground keep a nice
[9:03] bend in your knees so that your front
[9:05] ribs literally sandwich into your thighs
[9:08] keep that closeness of your belly on to
[9:10] your thighs with bent knees feel your
[9:14] upper body drape down down and a little
[9:17] lift in your belly
[9:23] envision yourself releasing whatever it
[9:26] is you need to release right now deep
[9:35] breath
[9:44] 10 your fingertips on your mat and step
[9:47] your left foot all the way back a nice
[9:52] big step and lower your left knee down
[9:56] just be sure that your right knee is
[9:59] under your right ankle you may need to
[10:01] walk your right foot forward more or
[10:03] walk your left knee back a little more
[10:04] and if you do happen to have props you
[10:07] could put a block underneath each hand
[10:08] or tent your fingertips a little sway of
[10:13] your hips side to side for a couple
[10:15] breaths moving towards a half split
[10:24] straightening your right leg dig your
[10:27] right heel into the earth as your right
[10:29] foot flexes up off the ground and as you
[10:31] next inhale rebound your right knee
[10:33] chest forward as you exhale
[10:37] straightening your right leg your hips
[10:39] pull back and up just on your front heel
[10:45] no when you inhale flatten your front
[10:48] foot bend your knee chest up it's kind
[10:55] of flossing open the hips back into the
[10:58] half splits straightening your right leg
[11:04] and just just holding here now in this
[11:08] half splits a little longer lengthen
[11:09] your stance so either walk your front
[11:11] heel forward or your back knee back and
[11:14] with as much length in your spine as you
[11:15] can lengthen your neck broaden your
[11:18] chest and bow over your front leg
[11:28] transition back into a lunge with your
[11:31] fingertips tented on the floor or on
[11:33] those blocks and have your back legs
[11:35] straight
[11:44] as you inhale round your upper back and
[11:47] as you exhale broaden your chest forward
[11:50] again inhale round your upper back pull
[11:53] your belly up off your front thigh
[11:54] exhale chest forward do that again we're
[11:58] not really moving anything except we're
[12:00] rounding and puffing up the upper back
[12:01] and then as you exhale chest forward one
[12:05] more time inhale round in exhale
[12:09] lengthen straighten your right leg and
[12:14] wiggle your right foot over to the left
[12:16] side of your mat so we're Criss crossing
[12:18] the feet so front foot over to the left
[12:20] side of the mat back foot can criss
[12:22] cross over to the right side of the mat
[12:24] walk your hands over to the right and as
[12:29] you get your front leg as straight as
[12:31] you can I know this one is iffy but it's
[12:33] so good to get into the outer hips to
[12:36] relieve low back pain or sensitivities
[12:38] let yourself bow a little more over to
[12:40] the right another big breath breathes
[12:51] down the whole outer right leg
[12:58] and walk your hands back to Center but
[13:00] just slip your back foot behind your
[13:03] front foot so that your pinky toes are
[13:05] touching so again left leg is slipped
[13:08] behind the right leg pinky toes touch
[13:10] your hands can walk over to the right
[13:12] again and now we're breathing for the
[13:14] outer left leg and the outer left
[13:16] hamstrings soften any tension in your
[13:21] jaw
[13:35] and slowly crawl your hands back to
[13:38] centre and simply uncross your feet at
[13:40] the front of your mat have your feet
[13:41] hip-width apart a nice bend in the knees
[13:44] just wrap your forearms behind your
[13:47] calves let your head dangle down and you
[13:53] might press your forearms into your
[13:55] calves and press your caps back into
[13:58] your forearms and maybe fold a little
[13:59] lower you can remain as you are or walk
[14:03] your fingertips a little further out in
[14:05] front of you weight back in your heels
[14:08] extend out through the sides of your
[14:10] waist and I'll get you to meet me with
[14:17] your right foot all the way back now and
[14:19] land your right knee cap down on your
[14:22] mat your fingertips will be tented just
[14:26] for more space option for blocks under
[14:30] your hands for even more space and let
[14:32] your hips sway side to side take a
[14:34] second here to adjust and land
[14:37] notice how this feels and we'll do those
[14:46] little pulses back to the half splits as
[14:48] you exhale pop up on your front heel and
[14:53] as you inhale land your foot and lift
[14:56] your heart up bend your knee exhale
[15:01] shift your hips back a little fold of
[15:03] your spine down your left leg and then
[15:09] inhale to shift forward and bend your
[15:11] knee your breath pace might be different
[15:19] than I'm guiding you and that's great
[15:21] please listen to what your body needs
[15:23] today and eventually we will hold this
[15:28] half splits lengthen your stance a
[15:29] little just shimmy your front heel
[15:31] forward toes flex back towards your face
[15:35] stick your sitting bones backing up
[15:37] behind you to find more length through
[15:39] your spine as you bow
[15:45] and return to this kind of runners lunge
[15:48] here with your back leg strong and
[15:51] straight like a plank leg and a nice
[15:53] bend in the front knee and nothing
[15:54] really will move we're just going to
[15:55] isolate the upper spine with breath
[16:00] inhale tuck your chin in puff up your
[16:03] upper back exhale open your chest do
[16:09] that again inhale around look towards
[16:11] your navel exhale and lengthen couple
[16:17] more with your breath
[16:37] now extend your left leg to straight and
[16:40] wiggle your left foot all the way over
[16:42] to the right edge of your mat and wiggle
[16:44] your right foot a little more to the
[16:46] left side of your mat behind you and you
[16:48] can step your left foot you can step
[16:51] your back foot a little bit closer in as
[16:53] well
[16:53] hands walk over to the left extend your
[16:57] left leg as straight as you possibly can
[16:59] so your upper inner thighs are close
[17:01] together and turn your right hip more
[17:03] forward let your torso bow
[17:10] little more to the left big breath
[17:24] we will now bring the hands to center
[17:28] just so that we can walk and slide the
[17:30] right leg behind the front leg so right
[17:33] leg behind left leg pinkie toes touch
[17:35] hands walk to the left again sway your
[17:39] hips to the right for any of us out
[17:46] there that are runners or joggers or we
[17:49] do any kind of jumping or we're just
[17:53] human beings that walk and set this
[17:55] one's really good to get into all those
[17:57] little nooks and crannies and the hips
[17:59] will meet and that fold make your feet
[18:02] come back to parallel and hip-width
[18:04] apart
[18:05] good bend in your knees remember I'm
[18:08] going to interlace my hands behind my
[18:10] low back but if a different arm
[18:11] variation serves you better then please
[18:13] choose that remembering a little more
[18:19] weight towards the balls of the feet and
[18:21] maybe the sitting bones higher up as the
[18:24] sides of your waist cascade down
[18:34] land your fingers on the mat if they're
[18:36] not already there and step your left
[18:40] foot back and your right foot back and
[18:43] lower your knees so you're in tabletop
[18:45] from tabletop take your right shin
[18:48] forward for a pigeon pose now what I
[18:52] recommend is bringing your right knee a
[18:54] little narrower so don't go front leg as
[18:57] wide as this edge of your mat go a
[18:59] little narrower and then look over your
[19:00] left shoulder and get your back leg a
[19:02] little bit narrower and your front heel
[19:07] might be close to your groin or your
[19:08] front foot might be a bit further
[19:09] forwards either is great just so long as
[19:12] there's no knee pain after you've stayed
[19:15] up for a breath maybe come down onto
[19:17] your forearms slightly sway your hips
[19:28] left to right until you find the
[19:30] position that has more sensation and
[19:32] stay wherever that is now walk your
[19:41] forearms over to the left a couple
[19:43] inches as though you're bowing yourself
[19:45] more over your front foot lining up your
[19:47] belly button over top of your front foot
[19:50] just see how that changes the stretch
[19:53] here and where you're feeling it in your
[19:55] hips
[20:06] fourarms walk through Center and over to
[20:08] the right now bowing over your front
[20:12] knee and you might even be able to use
[20:14] some of the weight of your upper body
[20:16] literally on top of your thigh to weight
[20:18] it down feel your back leg hip melt
[20:22] forward and down big breath
[20:35] come through Center ease up on to your
[20:37] hands and make your way to all fours
[20:39] table top and then from this tabletop
[20:43] position we'll take a few cat cows I'm
[20:46] gonna invite you to actually spin your
[20:49] hands out and all the way back so your
[20:50] fingers are facing back to your knees
[20:52] and as you cat cow you've invited in a
[20:57] sweet little wrist release as well if
[21:06] you are in the wrist release with me as
[21:08] we take these cat cows feel all your 10
[21:10] fingers really grip and claw into your
[21:12] mat feel that lovely breath flow in and
[21:19] out setting up for Pigeon on the other
[21:25] side and spin your hands take your left
[21:27] shin forward just be sure your left knee
[21:31] is a little bit narrower maybe an inch
[21:33] narrower than normal then you usually
[21:35] would and have your back leg a little
[21:36] bit more to the midline stay up for an
[21:39] extra breath and then maybe explore
[21:46] coming lower on to your elbows your
[21:48] forearms take the length of your spine
[21:52] over directly over the center of your
[21:55] shin tip your hips left to right no rush
[22:02] find that sweet spot breathe into it set
[22:07] it free with breath
[22:23] slowly walk your forearms over to the
[22:26] right
[22:27] bow yourself over your left foot you
[22:32] might have only walked over a couple
[22:34] inches or maybe a little bit more it's
[22:41] just interesting to try nonlinear
[22:44] movements maybe something out of our
[22:46] routine to access maybe something
[22:49] different can you give it breath and
[22:56] then slowly walking through the center
[22:57] and now over to the other side over your
[23:00] front knee encourage your right hip
[23:06] forward make your breath long make your
[23:14] breath feel really good
[23:28] and then coming back through Center lift
[23:32] up and swing your back leg around in
[23:34] front so you're just sitting on your bum
[23:36] with your feet flat on the floor and
[23:38] your legs bent
[23:39] wrap your forearms around your shins
[23:42] this is a seated Child's Pose
[23:44] so bracing yourself with your forearms
[23:47] onto the shins round your upper back
[23:50] tuck your chin in pull your belly button
[23:52] in off your thighs try to amplify the
[23:56] rounding in your back a little more and
[23:59] then after another breath you can rise
[24:03] up make your way down onto your back
[24:19] have your feet flat on your mat with
[24:22] bent legs take a deep breath here draw
[24:29] your right knee into your chest
[24:30] interlace your fingers around your right
[24:33] shin and hug your right knee and I've
[24:37] extended my left leg down onto the
[24:38] ground but you could always keep your
[24:40] left foot flat on the ground as well
[24:44] wake up your toes keep your ankle strong
[24:48] and now guide your right knee a couple
[24:52] inches to the left like you're trying to
[24:53] draw your knee more in towards the
[24:55] center of your chest
[24:58] after a breath take your knee a little
[25:01] wider towards your right armpit for an
[25:03] extra breath while pressing your left
[25:04] bum down and your left shoulder blade
[25:06] down extend your right leg straight up
[25:16] into the air now and interlace your
[25:18] fingers behind your right hamstrings as
[25:23] if your belly button in and down take a
[25:25] few rounds of pointing your right tippy
[25:27] toes up up up to the ceiling and then
[25:30] kicking your heel way up to the ceiling
[25:32] as your toenails pull towards your shin
[25:34] there's a couple of times pointing up up
[25:37] up flexing your foot
[25:43] and now just take your top leg a little
[25:47] across the midline so right leg a little
[25:50] more over to the left
[25:51] use your right thumb and your right hip
[25:53] crease and externally rotate your right
[25:55] thigh bone and take both legs down on to
[26:04] the ground and walk your feet over to
[26:06] the left side of your mat for reclined
[26:08] half moon and walk your hands over to
[26:11] the left behind you as well
[26:12] option to cross your right ankle on top
[26:15] of your left ankle breathe open your
[26:18] whole right side
[26:32] good one more big breath
[26:45] just go really slowly to come out of
[26:47] this pose you may have moved your hips
[26:50] over to the right a bit so bring your
[26:51] hips back through the center bend your
[26:53] legs and plant your feet flat on the
[26:55] ground from here draw your left knee in
[26:58] interlock your fingers around your left
[27:00] shin big breath
[27:04] splay your toes apart shoulder blades
[27:07] down guide your left knee over to the
[27:12] center of your chest just see how that
[27:14] changes the stretch around your left hip
[27:17] and the front of the right hip and go a
[27:21] little wider with your left knee way out
[27:23] to the left
[27:30] be sure to broaden your chest relax any
[27:37] jaw tension
[27:44] and extend your left leg straight up
[27:49] into the sky and interlace your ten
[27:53] fingers behind your left hamstrings now
[27:55] gather your upper inner thighs a smidge
[27:57] closer together and do that
[28:00] sweet work of pointing your left toes up
[28:02] and then kicking the heel up well just
[28:04] again playing around with different
[28:06] movements so that we get into different
[28:07] parts of the leg here shin bone muscles
[28:10] and the Achilles and calf muscles guide
[28:16] your top leg over towards the right a
[28:18] couple more inches a little more
[28:20] sweetness for your outer hamstrings and
[28:28] as you release the grip and extend both
[28:31] legs down on to the ground right away
[28:33] walk your feet over to the right side of
[28:35] your mat and walk your hands over to the
[28:38] right side of your mat with your arms
[28:40] behind you for a reclined half moon
[28:42] option to walk your hips a little more
[28:45] to the left and maybe cross left ankle
[28:47] on top of right ankle maybe grab around
[28:51] your left wrist breathe open all the
[28:57] muscles between your left ribs
[29:16] all right gently transitioning out of
[29:23] this pose adjust your hips into the
[29:26] middle and cross your right ankle over
[29:31] your left thigh for thread the needle
[29:33] interlace your hands behind your left
[29:35] hamstrings keep your feet flexed sending
[29:38] the right knee away from the right
[29:40] shoulder so you're welcome to stay like
[29:44] this and thread the needle or for
[29:46] something a little sweeter I'll say lift
[29:49] your head up and literally cross your
[29:51] right thigh in front of over your left
[29:53] thigh and have your feet separated wide
[29:58] apart and hands clasped under the heels
[29:59] for reclined cow face as much as your
[30:05] hands try to pull your wide feet towards
[30:08] you send your knees away from your chest
[30:11] and your tailbone down into the ground
[30:18] notice where your thoughts go and
[30:20] breathe for that hip before we switch
[30:25] sides take a deep breath with both feet
[30:27] flat on the ground knees knockin towards
[30:30] each other and eventually thread the
[30:37] needle on the left side left ankle over
[30:39] right thigh
[30:45] and again staying in thread the needle
[30:48] might be perfect for you or if you'd
[30:49] like this reclined cow face you could
[30:51] lift your head up and just close that
[30:55] gap in your thighs so that you slide
[30:58] your left thigh over top of your right
[31:00] thigh and your hands reach for your
[31:07] opposite feet feet really active strong
[31:14] in your ankle joints arms need to work a
[31:18] lot in this pose and and thread the
[31:20] needle but more so in reclined
[31:21] gomukhasana to pull your feet towards
[31:24] you work your knees away from you feel
[31:30] that lovely breath
[31:47] good so nice there is no hurry to come
[31:51] out when you do come out have your feet
[31:57] flat on the ground and make sure you
[31:59] walk your feet bats distance apart here
[32:01] and your bent knees touching in towards
[32:04] each other it's a great way to brought
[32:06] in and spread open the low back and from
[32:13] their knees roll over to the right your
[32:17] shins will still be spaced apart you can
[32:20] maybe if there's no knee pain take your
[32:22] right ankle on top of your outer left
[32:24] knee press your inner left knee down and
[32:32] away from your hips and breathe open the
[32:35] whole front left side of your body a lot
[32:44] of low back sensitivity comes from
[32:46] tightness in the outer hip so and the
[32:49] Front's of the thighs hamstrings so
[32:51] we've really done a lot to try to wake
[32:53] up all the outer hips and hamstring
[32:55] areas today and find some relief as
[33:00] you're ready we're gonna roll the knees
[33:02] over to the other side so coming through
[33:03] Center to the left and maybe left ankle
[33:06] climbs on top of your outer right knee
[33:15] to finish our practice you could take a
[33:20] shavasana with your leg straight on the
[33:22] floor but I'm working today with optimal
[33:25] space in the low back so how I am is
[33:27] feet mat width apart and bent legs bent
[33:30] knees falling in maybe hands on low
[33:33] belly breathe into your hands when we
[33:38] relaxed tension in the low abdomen we
[33:42] release gripping that follows through
[33:44] into the low back as well and all around
[33:47] the digestive organs let's take a few
[33:51] more deep breaths into your hands if
[33:55] they're on your belly breathe into the
[33:57] warmth of your hands ballooning your
[33:59] belly open mindfully relaxed tension in
[34:05] your stomach and you can continue with
[34:12] that for as long as you like another
[34:15] variation of a Child's Pose on our back
[34:17] here hug your knees in keep your knees
[34:19] quite wide and hook your forearms behind
[34:23] your knee pits with your knees wide
[34:26] clasp your fingers if you can rock side
[34:29] to side on your low back don't rush
[34:31] through this one so nice massaging yeah
[34:38] you can stay on your back as long as you
[34:40] like if you're gonna return to your day
[34:43] with me slowly roll over to one side and
[34:46] press up to sit in any way that's
[34:49] comfortable for you
[34:57] as you sit nice and tall take a couple
[35:01] deep breaths and notice how you feel
[35:03] along the entire length of your spine
[35:05] and your hips what are the sensations
[35:09] there can you imagine the energy of a
[35:15] smile washing through your body maybe a
[35:19] hand on your heart as your body thanks
[35:21] you thank your body what a gift
[35:28] namaste
