Warrior I and II for Beginners: A Morning Alignment Flow

On a yoga mat in a quiet room, a teacher's voice does most of the work. In Liza Colpa's 30-minute beginner class, posted to her channel in October 2020, that voice moves students from a seated breath and a single intention into child's pose, cat and cow, downward-facing dog, and a run of sun salutations, then slows everything down for the two standing postures that intimidate newcomers most: Warrior I and Warrior II. The class is the second installment of a beginner alignment series, and its central argument is simple and easy to underrate. Alignment, as she frames it, is not a photograph of the perfect pose. It is a set of questions you ask your own body so you can discover what it needs. Below, we unpack that approach, the sequence she teaches, and the handful of cues that make Warrior work for a body that is not the one in the magazine.

Why does a beginner yoga class start at the bottom up?

Colpa's channel description says the practice "will begin our practice from the bottom up," and the class honors that promise. Before anything stands or balances, she spends real time on the feet, knees, hips, and spine. The early work is not a warm-up in the throwaway sense. It is an orientation, teaching students where their weight sits and how their joints move before asking them to hold a shape.

Her framing of the whole series is equally deliberate. At the top of the class she tells viewers the series is "going to be like a yoga practice in and of itself," adding, "we're going to take it a little bit slow and then we're going to bring it up a notch bring it up a notch bring up a notch and then eventually bring it on down." That arc, building intensity and then easing off, is a shape worth borrowing even if you never take her class. It gives a beginner permission to find their edge gradually instead of trying to match the most flexible person in the room on day one.

What does the practice ask of a true beginner?

Colpa is direct about who the class is for. Early on, she acknowledges that newcomers may feel lost: "if you are new you may be like i don't know what any of that is that's so confusing which is okay." She also speaks plainly about the body types that dominate yoga imagery, noting that many teachers in photos "don't look like me," and then makes her point without hedging: "anyone can practice yoga if you're pregnant you can practice yoga if you have one leg you can practice yoga."

"Yoga is so much more than an asana practice it's about learning about yourself on the mat so you can begin to take that information off the mat with you."

Liza Colpa, in her beginner morning warrior flow (approx. 1:12)

That line is the thesis of the class. Asana, the physical postures, is the vehicle. The destination is self-knowledge that travels with you into the rest of the day. Her opening meditation reinforces this. She asks students to take a few deep breaths, to set an intention, and she offers an example that is refreshingly modest: "whatever intention you need even if it's just that i take it one step at a time." She also describes the practice as "a doorway" to learning about yourself and gaining "more confidence as well as connection with your physical body." For a beginner, that reframing matters. You are not failing a test. You are getting acquainted with a body.

How do the warm-up postures prepare the spine and hips?

The early postures are a masterclass in small adjustments. In child's pose, Colpa asks students to bring the big toes together, let the knees fall wide to the width of the mat, and sink the hips back toward the heels. She is honest that this may not be comfortable: "if that's too much" you can curl the toes under or keep the legs wide, "and i promise you over time it will happen." Her attitude toward flexibility is patient throughout. The goal is not to force the hips down. It is to let them arrive.

From there she moves into tabletop and then cat and cow, the spinal flow that many beginners find the most approachable entry into breath-linked movement. She cues wrists and hands with specificity: she likes to "turn the webbing" between the first finger and thumb slightly outward, and she explains why: "because i have super broad shoulders so you can try that too." That single sentence is a model of the teaching style that runs through the class. She does not present her own adjustment as the rule. She shows you the reasoning behind it and invites you to test it on your own frame.

The same spirit appears when she notes that joint noises are not an alarm. During the spinal work she says, "snap crackle pop is normal as long as there is no pain." Many beginners treat every sound or wobble as a sign of damage. Colpa's cue draws a clear line: sensation is information, pain is the signal to back off.

What is sun salutation A doing in a warrior sequence?

Around the 7-minute mark the class moves into Surya Namaskar A, the first sun salutation, which she presents as a warm-up for the warrior work to come. The flow rhythmically connects breath to movement: a reach of the arms overhead on an inhale, a fold on the exhale, a flat back on the inhale, and a return to plank. Colpa keeps the breath as the metronome. She tells students to "inhale reach the fingertips forward and up towards the ceiling lengthening lengthening lengthening," then to swan dive forward on the exhale and bend the knees as much as needed.

She also builds in a modification that reveals her priorities. Her cues constantly offer a way out. In plank she asks students to find "that sit bone heel connection," relax the elbows, and hug the inner thighs toward each other, then internally rotate the thighs to "bring that connection right to the core." In the lowering phase of the push-up-like movement she gives students the choice to come into child's pose "at any point in the practice," adding, "that may have been already a lot and that is okay." The sequence is not a test of endurance. It is a space in which you can stop and come back.

The vinyasas she mentions are the connecting tissue between these shapes. In yoga usage, vinyasa refers to a linked movement between postures, typically synced to breath. Colpa's sequence uses them to move through transitions rather than rushing into a pose, which is why the class feels slow even when it covers a lot of ground.

How do you find your feet in Warrior I?

This is the heart of the class, and Colpa treats it with the seriousness it deserves. Warrior I begins with a step forward between the hands, then a turn of the back foot. She cues the right foot down at what she describes as a 45-degree angle, and the front knee bends over the ankle. The cue she repeats most is about the core: "crown the head using your core." In other words, the posture is not held by the legs alone. It is built from a lifted spine, a grounded back foot, and an engaged midsection.

Around the 20-minute mark she speaks about the front knee directly, "bending on into that right knee," and invites students to take a few breaths there before rising. She also reminds students that the arms can lift overhead, with the palms facing each other, and that the gaze can rest forward or upward depending on comfort and neck health. The posture is complete when the body is organized, not when it looks a particular way.

"Warrior, I can be a tricky posture, but with a simple breakdown on alignment, it can begin to help you understand more about what your individual body needs."

Liza Colpa, from the class description published October 16, 2020

That sentence from the description is worth holding onto. The teacher is not offering alignment as a set of rules that make everyone identical. She is offering alignment as a lens. A beginner who notices that the front knee wants to drift inward, or that the hip wants to open less on one side, is doing exactly what she asks: learning what their body needs.

What changes when you move into Warrior II?

Warrior II is where the shape opens out. The feet take a wider stance, the arms extend to the sides at shoulder height, and the torso faces the long edge of the mat. Colpa's class uses the transition from Warrior I to Warrior II to show how a single change in the hips and shoulders reorganizes the whole body. Rather than memorize a new position from scratch, students are encouraged to notice what carried over from the first pose and what needs to shift.

She closes that section with a line that sums up the entire series: "it's all about practice." It is the kind of phrase that could sound like a platitude coming from many teachers. Here it lands because the class has shown the work. Practice in this context means returning to the same postures with a little more awareness each time, not reaching a final version.

What is the lasting lesson of this beginner flow?

The most distinctive thing about Colpa's class is not a single pose cue. It is the consistency of her invitation. Again and again she asks students to breathe, to check in, to take a step back if needed, and to treat their own experience as the authority. The closing section of the class brings the emotional thread together. She asks students to breathe "on into the heart space," and she tells them, in the final stretch, that they are "worthy" of the time they have spent exploring the sequence.

For a beginner, this is the most useful takeaway. Warrior I and II are not tests of flexibility or strength. They are two postures that teach you how to sense your feet, your hips, your spine, and your breath. If you follow Colpa's example, you do not need to look like anyone else on the screen. You need to bring curiosity to the mat and let the practice show you what your body is asking for.

Where to go from here

If this class is your first encounter with Warrior, start with the parts that feel accessible: child's pose, cat and cow, and a slow sun salutation with bent knees. Practice Warrior I with the back foot at a comfortable angle and the front knee tracking over the ankle, and check in with your core before you check in with your ego. Once Warrior I feels steady, try Warrior II and notice which adjustments carried over. Colpa's own description points to the series as a sequence to build on, and her channel's earlier beginner video covers lower-body work that sets up these standing shapes. Let the practice stay a doorway rather than a destination, and treat every session as information about the body you have today.

[0:07] hi

[0:08] my name is lisa and welcome back if you

[0:12] have already checked out some of my

[0:13] videos and if you're new welcome

[0:16] so today we're gonna go over a beginner

[0:19] series and if you haven't checked out

[0:21] the last video for a beginner series

[0:23] then

[0:23] go ahead check it out i just focus on

[0:25] lower body and i take it nice and slow

[0:28] we're just gonna take it up a notch this

[0:30] series is going to be like a yoga

[0:32] practice in and of itself we're going to

[0:34] take it a little bit slow and then we're

[0:35] going to bring it up a notch bring it up

[0:36] a notch bring up a notch

[0:38] and then eventually bring it on down

[0:41] so for today i want to explore sun

[0:43] salutations

[0:45] as well as a little bit of our warrior

[0:47] sequence

[0:48] and vinyasa now if you are new

[0:51] you may be like i don't know what any of

[0:53] that is that's so confusing

[0:56] which is okay the beautiful thing about

[0:58] yoga is the practice

[1:00] and it's such an accessible practice

[1:02] even though it seems

[1:03] intimidating i know a lot of times we go

[1:05] out and we see yoga

[1:07] yogis who don't look like me who who are

[1:11] very specific aesthetic

[1:12] but i promise you anyone can practice

[1:14] yoga if you're pregnant you can practice

[1:16] yoga if you have one leg you can

[1:18] practice yoga

[1:19] yoga is so much more than an asana

[1:20] practice it's about learning about

[1:22] yourself

[1:23] on the mat so you can begin to take that

[1:25] information off the mat with you

[1:27] so we're going to dive on into our

[1:29] beginners warrior

[1:31] sequence or traditional warrior sequence

[1:34] so let's go ahead come into our

[1:36] comfortable seated

[1:37] position we're beginning

[1:41] this practice in meditation

[1:46] remembering what we spoke about last

[1:48] week

[1:53] yoga defines the balance

[1:55] of consciousness it helps you ease the

[1:58] mind

[2:01] take a nice big deep inhale into the

[2:04] body

[2:06] inside out

[2:08] [Music]

[2:11] try out the day the week your weekend

[2:14] maybe

[2:16] take a nice big deep inhale into the

[2:21] body

[2:22] exhale sighing out

[2:31] last big deep inhale into the body

[2:37] inside out

[2:43] taking a moment to set an intention for

[2:45] yourself this practice

[2:53] may the practice be a doorway

[2:57] getting you to learn a little bit more

[2:58] about yourself

[3:01] who you are gain more confidence

[3:05] as well as connection with your physical

[3:08] body

[3:10] so whatever intention you need even if

[3:13] it's just that i take it

[3:15] one step at a time

[3:18] then go ahead and set the intention

[3:32] let's go ahead and open this practice

[3:35] with one loud ohm take a nice big deep

[3:38] and half her own

[4:01] when you're absolutely ready go ahead

[4:04] gently float the

[4:05] eyes open beautiful guys

[4:09] let's go ahead and come on to the hands

[4:12] and knees

[4:13] and let's start off with a child's pose

[4:15] so

[4:16] bring the big toes together the knees as

[4:18] wide as the yoga mat

[4:19] and come to sit on down bowing on down

[4:23] into our child's pose now if that's too

[4:25] much to send the glute muscles back

[4:27] towards the heels of the feet

[4:29] we find ourselves a kind of a little bit

[4:31] like this

[4:32] that's okay maybe try curling the toes

[4:35] under

[4:36] sending the knees underneath you maybe

[4:38] it doesn't feel as good

[4:40] maybe you want to keep the legs nice and

[4:42] wide and i promise you over time

[4:44] it will happen you will find the glute

[4:47] muscles naturally descending towards the

[4:49] heels of the feet

[4:51] grounding down through the fingertips

[4:53] swaying from side to side

[4:56] maybe the forehead reaches the mat maybe

[4:58] it doesn't

[4:59] and if the forehead reaches maybe you

[5:01] can sway the head no and if it doesn't

[5:04] don't worry just release the jaw close

[5:06] the eyes take a nice big deep

[5:09] inhale exhale

[5:14] last big deep breath

[5:17] exhale slowly come to a nice

[5:21] tabletop position shoulders over the

[5:24] wrist hips over the knees

[5:25] i like to turn the webbing um between my

[5:28] first finger and thumb a little bit

[5:30] outward because i have super broad

[5:31] shoulders so you can try that too

[5:33] i really i relax the elbow so i don't

[5:36] hyper extend

[5:37] curl toes under take a nice big deep

[5:40] inhale

[5:41] send the belly on down roll the gaze

[5:43] forward enough

[5:46] exhale tops the feet to the floor round

[5:48] and the upper back chin comes towards

[5:50] the chest

[5:50] maybe find the knuckles lifting a little

[5:55] inhale send the belly on down roll the

[5:58] gaze forward and up

[5:59] into cow posture and on an

[6:02] exhale tops of feet to the floor round

[6:05] in the upper back chin comes towards the

[6:07] chest

[6:08] and then go ahead slowly come to sit on

[6:11] to the heels of the

[6:12] feet and then maybe you can send the

[6:16] heart through the window of the hands

[6:18] inhaling into cow exhale rounding the

[6:21] back sending the glute muscles to the

[6:24] feet

[6:24] inhale bend the elbow send the heart

[6:27] through the gateway of the

[6:28] arms gazing on up exhale rounding in the

[6:32] back chin comes towards the chest

[6:35] last round inhale and snap crackle pop

[6:39] is normal as long as there is no

[6:40] pain exhaling

[6:44] [Music]

[6:46] go ahead curl the toes under if they're

[6:47] not already curled under

[6:49] and then press into the hands and feet

[6:51] coming into your first downward facing

[6:53] dog again downward facing dog

[6:56] can be a little bit challenging

[7:00] for a first timer see if you can spread

[7:03] through the collar bones again relax the

[7:06] elbows

[7:07] see if you can reach the heels towards

[7:09] the yoga mat

[7:10] if we cannot reach the heels all the way

[7:12] on down they're slightly lifted

[7:14] that's okay go ahead take a nice big

[7:17] deep inhale

[7:18] into the body exhale side out

[7:23] [Applause]

[7:24] widen through the collarbones and the

[7:26] shoulder blades draw the navel on

[7:28] in send the sit bones up high then press

[7:31] the heels on back last big deep and now

[7:37] exhale let's warm up with

[7:41] surya namaskar ace the first

[7:44] type of sun salutation sun salutation a

[7:47] so go ahead

[7:48] walk the feet towards the hands coming

[7:51] to the front

[7:52] of your yoga mat swaying from side

[7:55] to side swinging the head yes sweating

[7:58] the head

[7:58] no and when you're ready grounding down

[8:01] through the feet

[8:02] bending the knees as much as you need to

[8:04] stacking vertebrae on top of vertebrae

[8:06] rolling

[8:07] on up tadasana

[8:13] coming all the way to the front of your

[8:15] yoga mat

[8:18] [Music]

[8:19] grounding down through the feet rising

[8:22] through the crown

[8:22] of the head drawing the navel on in

[8:25] knitting

[8:26] the rib cage together and down the belly

[8:29] as you rise and lengthen creating space

[8:31] in the spine

[8:32] big deep inhale exhale

[8:36] [Applause]

[8:38] let's bring the hands to anjali mudra

[8:41] prayer hand position

[8:43] inhaling reach the fingertips forward

[8:45] and up towards the ceiling lengthening

[8:47] lengthening

[8:48] lengthening exhale swan dive the hands

[8:51] all the way on down and

[8:52] forward fold bend the knees as much as

[8:55] you need to

[8:56] to see if you can get the hands a little

[8:58] bit further on down

[9:00] inhale into your flat back coming up

[9:02] onto fingertips or sliding the hands

[9:04] towards the knees

[9:04] melting the shoulders away from the ears

[9:07] exhale go ahead release

[9:09] bring the fingertips in alignment with

[9:11] the toes and then go ahead step

[9:13] the left foot back and then step the

[9:15] right foot back

[9:16] coming into your plank posture again we

[9:19] explored plank a little bit in the first

[9:21] video so go ahead see if you can find

[9:23] that sit bone heel connection

[9:26] again relax the elbows hug the inner

[9:29] thighs in towards each other

[9:31] and then see if you can internally

[9:33] rotate

[9:34] those thighs and notice when we

[9:37] internally rotate the inner thighs or

[9:38] try to go for that

[9:40] it kind of brings that connection right

[9:42] to the core

[9:43] last big deep inhale exhale

[9:47] all right shift the weight forward onto

[9:50] the tippy toes i know it's a lot

[9:52] and release the knees down here's the

[9:54] tricky part

[9:55] see if you can bend the elbows keep them

[9:57] hugged in

[9:58] slowly lower the heart in between the

[10:01] hands

[10:03] inhale see if you can slither and wiggle

[10:05] on forward

[10:06] into cobra posture and then when you're

[10:09] ready

[10:11] slowly rise all the way on up breathing

[10:14] in at the top of your cobra

[10:16] exhale coming into child's pose or

[10:19] downward facing dog remember you can

[10:20] come into child's pose at any point in

[10:23] the practice that may have been

[10:24] already a lot and that is okay

[10:29] take a nice big deep inhale

[10:33] exhale

[10:37] when you're absolutely ready gaze

[10:39] between the hems

[10:41] just walk the feet forward into forward

[10:44] full posture

[10:45] keep the knees bent super bent so we can

[10:48] reach the fingertips towards the earth

[10:50] reaching the crown of the head

[10:52] towards the earth even if it's not there

[10:53] yet big deep inhale

[10:59] exhale

[11:00] [Music]

[11:02] and when you are ready inhale to rise

[11:05] the hands

[11:06] up out to the sides and up

[11:10] hands come through prayer and release

[11:13] all right last round inhale sweep the

[11:15] hands up

[11:18] exhale swan dive the hands down

[11:22] inhale into your flat back coming up

[11:24] onto fingertips or maybe even sliding

[11:27] the hands towards the knees

[11:29] for a nice flat back and on an exhale go

[11:32] ahead

[11:32] release fingertips in alignment with the

[11:35] toes

[11:36] this time gently step the right foot

[11:39] and then the left foot on back rounding

[11:42] down through the fingertips engaging and

[11:44] firming

[11:45] the arms towards each other but

[11:47] remembering not to hyperextend

[11:49] in the elbows last big deep inhale

[11:53] exhale shift the weight forward knees

[11:56] chest

[11:56] and chin inhaling into cobra

[12:01] [Music]

[12:05] exhaling downward facing dog just

[12:10] breathe

[12:12] take a nice big deep inhale

[12:16] exhale and then begin to walk

[12:21] the feet towards the hands coming into

[12:23] forward fold at the front of your yoga

[12:24] mat

[12:26] inhaling to rise sweeping the arms out

[12:28] to the side

[12:30] and up towards the ceiling hands come to

[12:32] prayer

[12:34] and release all right before we

[12:37] transition into our warrior sequences

[12:39] let's come into a chair pose uh

[12:44] so for uh we want to bring the feet hips

[12:48] distance apart just starting

[12:49] out traditionally it's done with the

[12:52] feet

[12:53] together big toes together heels

[12:54] slightly apart but just to get

[12:56] into the posture we're going to go ahead

[12:59] bend and squat and send our fingertips

[13:01] down

[13:02] to the yoga mat and notice you may want

[13:04] to walk the feet closer together

[13:06] because you're like wow that's a lot of

[13:07] pressure on the knees so let me go ahead

[13:10] bring the feet closer together

[13:12] hugging the inner thighs in towards each

[13:13] other sweep the fingertips

[13:15] forward and just sit so this is where i

[13:18] began

[13:20] with my chair pose and maybe we want to

[13:24] go ahead

[13:25] and send the fingertips up towards the

[13:27] ceiling

[13:28] last big deep inhale keep sending the

[13:32] pubic bone towards the navel to lengthen

[13:34] in the lower back

[13:36] and when you're absolutely ready go

[13:38] ahead slowly

[13:40] release the hands all the way on down

[13:43] bring the fingertips in alignment with

[13:45] the toes step the left foot on

[13:48] back then we're going to pivot the left

[13:51] foot down to a 45 degree angle

[13:54] you're either in a heel heel connection

[13:57] or

[13:58] we bring the feet around hips distance

[14:02] apart i like this transition better

[14:04] we're gonna come

[14:05] into warrior one so reach the fingertips

[14:09] on up

[14:10] the key to warrior one and the hardest

[14:13] part about warrior one

[14:14] is trying to keep those hips square so

[14:17] we're sending the energy of the right

[14:18] leg back

[14:19] the hip comes with it as the left hip

[14:22] moves

[14:23] forward to square the hips we're

[14:26] grounding down through the outside edge

[14:28] of the left foot

[14:29] knitting the rib cage lengthening in the

[14:31] spine reaching the fingertips on up

[14:33] even though this is the first pose it's

[14:35] called warrior one

[14:37] it's extremely extremely challenging

[14:40] to get those hips straight that's why i

[14:42] feel if you feel like the hips still are

[14:45] having

[14:45] a hard time that's okay be patient with

[14:48] yourself

[14:49] even my hips aren't completely straight

[14:51] all the time so

[14:52] one day at a time big deep inhale

[14:57] exhale last big deep inhale

[15:02] exhale let's move into warrior two

[15:06] warrior two we send the right hand

[15:08] forward we send the left hand on back

[15:10] now to get the left hip behind or i

[15:13] should say the left foot behind the

[15:15] right

[15:15] we're just going to step it make sure

[15:19] the right heel is making an imaginary

[15:21] line cutting the left foot in half

[15:23] melt the shoulders away from the ears

[15:26] just gaze

[15:27] send the tailbone down towards the yoga

[15:30] mat

[15:30] or create space in the lower back

[15:34] gazing forward smiling through the

[15:37] collar bones

[15:38] as well as the shoulder blades take a

[15:40] nice big deep inhale

[15:42] [Music]

[15:43] exhale last big deep breath

[15:46] in exhale

[15:50] perfect go ahead straighten the right

[15:52] leg reach the right fingertips forward

[15:54] and down

[15:55] as the left hand comes all the way on up

[15:58] in triangle pose

[16:01] hug the right hip in towards the midline

[16:04] of the body as you lengthen and then go

[16:07] ahead

[16:08] sweep the hands on down to frame that

[16:10] right foot

[16:11] come up on to the left ball of the foot

[16:14] step back

[16:14] and we're gonna go through a vinyasa

[16:18] go ahead grounding down through the

[16:20] fingertips

[16:21] shift the weight forward knees come down

[16:24] heart slowly comes in between the hand

[16:28] inhaling this time baby cobra tops the

[16:30] feet to the floor pelvis before

[16:32] just rise slightly through head neck and

[16:34] chest see if you can be like look mom no

[16:36] hands and when you're absolutely ready

[16:39] press down roll the shoulders on back

[16:42] engage the upper back and core muscles

[16:44] and then curl toes under press up and

[16:46] back downward dog

[16:48] brilliant job we're going to now

[16:51] step the left foot on forward you can

[16:54] always

[16:54] help it forward stepping in between the

[16:57] hands

[16:59] pivoting the right foot on down on a 45

[17:01] degree

[17:02] angle when my teachers used to say 45

[17:04] degree angle line what does that mean

[17:06] just so that it's on a diagonal toes are

[17:09] pointing towards the yoga mat heels

[17:11] pointing towards the back corner of the

[17:12] mat then down

[17:14] into that left knee draw the poron in

[17:17] rise into warrior one

[17:20] again adjust the feet when you first

[17:23] start yoga

[17:24] it's all about just adjusting and

[17:26] finding what's right for you

[17:28] heck when you continue yoga you're

[17:30] consistently adjusting and figuring out

[17:33] what feels

[17:34] good for you knit the rib cage in and

[17:37] down the belly

[17:39] rising creating space in the spine

[17:41] holding with me for two more breaths

[17:45] inhaling exhale

[17:49] last big deep inhale

[17:52] and exhale

[18:01] and when you are absolutely ready come

[18:03] into warrior two

[18:05] heel toeing the left foot to center

[18:07] sweeping that right foot on that

[18:09] creating that heel arch connection

[18:13] right foot is parallel to the back of

[18:14] the mat we're smiling through the

[18:16] collarbones

[18:17] melting the shoulders away from the ears

[18:19] relaxing

[18:20] in our warrior taking a nice big deep

[18:22] inhale

[18:25] and exhale last

[18:28] big deep breath then exhale

[18:33] straightening the left leg reach the

[18:35] left fingertips forward and down

[18:37] as the right hand comes on up snap

[18:39] crackle pop again

[18:40] normal as long as you're not feeling any

[18:42] pain with it

[18:44] again hug the left ribcage in square and

[18:47] firm the hips

[18:48] the outer hips the inner thighs lengthen

[18:50] creating space in the spine as we reach

[18:52] the right hand on

[18:53] up if this is too much

[18:57] yoga blocks i love them so much and they

[19:00] aid

[19:01] a pr a practitioner at any level so

[19:05] you can always put your hands up on

[19:06] books or bring the hand up higher on the

[19:09] shin last big deep inhale

[19:12] exhale release the hands on down

[19:16] come up onto the ball of the right foot

[19:18] we're hopping onto the ball of the right

[19:20] foot

[19:20] ground down through the fingertips and

[19:23] when you're ready step back

[19:25] into your plank posture go ahead shift

[19:27] the weight forward firm the

[19:29] outer arms or i should say inner arms

[19:31] and towards each other

[19:33] and when you're absolutely ready knees

[19:35] chest

[19:36] chin inhaling to cobra

[19:40] exhale downward facing dog

[19:42] [Applause]

[19:44] perfect all right last round of our

[19:47] warrior

[19:48] sequence again we're going to do one

[19:50] more round and then we're going to pull

[19:51] it on down gaze between the hands

[19:54] bend the knees as much as you need to go

[19:56] ahead walk to the front of your yoga mat

[19:58] a little bit faster now that we know our

[20:00] warrior sequence

[20:01] bend on into the knees draw the navel on

[20:03] it and scoop the fingertips forward and

[20:05] up

[20:08] firmly inner thighs and towards one

[20:10] another sit sit sit

[20:12] on back lengthening from tailbone to the

[20:14] crown the head using your core sending

[20:15] the pubic bone towards the navel

[20:17] last big deep and now exhale fold on

[20:21] forward inhale slide the hands towards

[20:24] the knees for your flat back now we're

[20:26] incorporating

[20:27] a little bit of everything exhale go

[20:29] ahead release forward fold

[20:31] bring fingertips in alignment with the

[20:32] toes step

[20:34] this time the right foot on back pivot

[20:37] the right foot down on a 45 degree angle

[20:39] square the hips towards the front of the

[20:41] yoga mat

[20:42] warrior one nice

[20:45] take a nice big deep inhale firming the

[20:48] inner thighs and towards each other

[20:49] lengthening

[20:51] side out when you're ready inhale

[20:56] exhale coming into warrior two

[21:02] melting the shoulders away from the ears

[21:05] see how i shift it's dancing a lot on

[21:08] the yoga mat

[21:09] moving a lot with toes and the feet take

[21:12] a nice big deep and now

[21:14] sang it out all right

[21:18] go ahead straighten the left leg place

[21:21] the hands on the hips

[21:22] turn the left foot to face the right

[21:25] side of the yoga mat

[21:26] now turn the right foot to face forward

[21:28] oh we're facing backwards coming into

[21:31] warrior two position breathe

[21:35] bending on into that right knee big deep

[21:38] inhale

[21:40] gentle exhale grounding down in the

[21:44] present moment

[21:46] and when you're absolutely ready

[21:48] straighten the right leg

[21:50] see if you can turn the left foot to the

[21:53] outside corner of your yoga mat

[21:55] held toe the right foot so that the

[21:57] right knee's in alignment with the hip

[21:59] we're gonna shift into warrior one now

[22:02] this will really help you learn about oh

[22:04] all right my hips need to be square

[22:07] this is where i need to be in this space

[22:09] shifting from warrior two to warrior one

[22:11] is

[22:12] extremely challenging i don't always

[22:14] recommend it but i find

[22:15] that when i try to shift from warrior

[22:17] two to warrior one

[22:18] it makes me very aware of where my body

[22:21] needs to be in space

[22:22] take a nice big deep inhale exhale

[22:28] last big deep breath in

[22:31] exhale all right slowly

[22:34] straighten the right leg release turn

[22:37] the right toes to face towards the right

[22:39] side turn the left toes to face towards

[22:41] the left side

[22:42] shift back turn the left foot face

[22:45] forward

[22:46] right foot to face to the side inhale

[22:48] reach the hands up

[22:50] exhale bend on into the right knee sweep

[22:52] the hands on down come

[22:53] on to the right ball of the foot step it

[22:55] on back

[22:57] last vinyasa shift the weight forward

[23:00] inhale

[23:01] exhale knees come down heart slowly

[23:03] comes in between the hands

[23:07] belly comes down rise to head neck and

[23:09] chest inhale

[23:12] exhale take a child's pose release

[23:15] so literally you could do that sequence

[23:18] every morning

[23:21] until it becomes one fluid movement

[23:24] it takes a long time specifically with

[23:26] warrior sequences you can always learn

[23:28] something new about your body and your

[23:30] technique

[23:32] everyone's body is absolutely different

[23:35] so when we begin to explore

[23:38] new postures new poses you start off

[23:41] with the basics

[23:42] but then you learn well my body kind of

[23:44] does this so you learn a little bit

[23:46] about it

[23:59] all right rise through head neck and

[24:02] chest

[24:03] come to sleep the legs in front great

[24:06] job

[24:07] all right

[24:10] bend on into the knees flex the toes

[24:14] and then straighten the legs forward

[24:16] fold

[24:17] walk the hands towards the feet chin

[24:20] comes towards the chest just release

[24:22] wherever you are

[24:23] at i love this softer variation of

[24:26] forward fold because we're not

[24:28] forcing ourselves into the posture we're

[24:30] just seeing where our body goes

[24:32] we're just releasing

[24:35] then over time we can gently just place

[24:38] our hands wherever they fall naturally

[24:40] on the legs last big deep inhale

[24:47] and exhale

[24:50] bend the knees maybe

[24:54] and then come a little bit deeper

[25:08] when you're absolutely ready slowly rise

[25:11] through head

[25:12] neck and chest let's go ahead

[25:15] bend on into the knees and use your core

[25:18] to slowly roll all the way on down

[25:21] so you could do this sequence literally

[25:23] every morning

[25:25] if you want to get better at warrior one

[25:28] and warrior two

[25:30] hung the right neon in and then see if

[25:32] you can send the right knee

[25:34] all the way to the left side

[25:40] and then the knee is in alignment with

[25:41] the hip maybe we're

[25:43] trying to find a deeper stretch by

[25:45] rolling the right shoulder open maybe

[25:48] even finding cactus arm or straight arm

[25:51] take a nice big deep inhale

[25:54] and exhale

[25:59] it's all about practice

[26:02] it becomes really hard and then you find

[26:05] a natural rhythm

[26:06] and then it becomes a little bit

[26:09] more connected to who you are and where

[26:13] you're at

[26:15] or more it's that we find connection

[26:16] with the body

[26:18] last big deep inhale here

[26:23] exhale

[26:25] slowly send the right knee

[26:29] and release let's bring that into the

[26:31] opposite side

[26:33] hug the left knee in towards the chest

[26:36] and then send the left knee all the way

[26:37] over to the right side

[26:41] opening up in the heart space notice my

[26:43] leg doesn't reach down all the way and

[26:45] that's okay it's not about the leg

[26:47] reaching on down all the way

[26:48] it's about creating space lengthening

[26:51] from the hip bone

[26:52] to the shoulder

[27:01] last two breaths

[27:11] last big deep inhale exhale draw the

[27:15] neon

[27:15] in towards the chest and release the leg

[27:19] on down

[27:38] allow the legs to relax the feet

[27:40] naturally

[27:41] fall out to the sides breathe on into

[27:44] the belly

[27:47] inside out

[27:57] breathe on into the heart space

[28:02] and exhale

[28:05] nothing else matters at this moment

[28:11] just your breath and just spend the

[28:14] remainder of class this is your task

[28:18] just focus on your breath notice every

[28:21] inhale

[28:24] and every exhale you did an amazing job

[28:30] know that you're exactly where you're

[28:31] meant to be on and off the yoga mat

[28:34] you're more than enough

[28:40] and you are worthy

[28:44] of all blessings

[29:11] so

[29:14] you can stay here

[29:18] for as long as you desire or you can

[29:21] begin to roll onto your right side

[29:24] bending the knees

[29:28] coming up to a comfortable

[29:33] seated position whatever that is for you

[29:39] today

[29:43] i thank you again for practicing with me

[29:45] for exploring this sequence

[29:49] bring the hands to prayer

[29:53] honoring all that you've done as more

[29:55] than enough

[29:57] as exactly where you're meant to be

[30:00] amazing job bringing the hands to the

[30:03] forehand may there always be peace and

[30:05] love within your thoughts

[30:07] thumbs to or in front of the lips may

[30:10] there always be peace and love

[30:13] within your words thumbs to your heart

[30:16] space

[30:17] may there always be peace and love

[30:19] within your heart

[30:21] let's go ahead close this practice

[30:25] om shanti shanti peace

[30:30] have an amazing rest of your day yogi

[30:35] namaste

In Liza Colpa's beginner flow, Warrior I is entered with a step forward and a back foot turned at an angle, with the front knee bent and the core engaged to lift the crown of the head. Warrior II opens the hips and shoulders into a wider stance with the arms extended to the sides. The class treats the second as a reorganization of the first, so noticing what carries over is part of the learning.
Yes, according to Liza Colpa, who says anyone can practice yoga, including people who are pregnant or have one leg. Her class is built for beginners, with the option to come into child's pose at any point and to bend the knees deeply during sun salutations. The aim is to start slowly and build up over the series.
In this class, vinyasas are the linked movements that connect one posture to the next, typically synced to the breath. Colpa uses them to move through transitions in the sun salutations and between warrior shapes rather than rushing from pose to pose. They are what give the flow its steady, breath-led rhythm.
Colpa says snap, crackle, and pop during the spinal movements is normal as long as there is no pain. Her cue draws a clear line between harmless sound and discomfort, and she encourages students to back off if they feel pain.
Colpa emphasizes bending into the front knee and keeping the core engaged, with the back foot set at roughly a 45-degree angle. Practical alignment checks include whether the knee sits over the ankle and whether the torso feels lifted rather than collapsed. Because bodies differ, she frames these cues as a starting point for noticing what your body needs.
She explains that she turns the webbing between her first finger and thumb slightly outward because she has very broad shoulders, and invites students to try the same adjustment. The point is that alignment cues are adjusted to individual bodies rather than applied as fixed rules.
