[0:00] What's up, everyone?
[0:01] Welcome to 30 Days of Yoga with Adriene.
[0:04] I'm Adriene, and I'm super excited.
[0:07] It's day one, y'all.
[0:09] Let's get started.
[0:12] All right, my friends.
[0:16] Today, we're going to begin in a nice, comfortable,
seated posture, sudassana, with one foot in
[0:21] front of the other.
[0:23] So just to stay on the same page, let's draw
the left heel in towards your center, and
[0:28] then the right leg comes in to follow.
[0:30] You can use a blanket or a block or a pillow.
[0:33] Even a book sometimes is nice to lift the
hips up, if you feel like you're getting trapped
[0:39] in this Mr. Burns posture here.
[0:41] So take a quick second to get settled in in
a nice comfortable seat, one foot in front
[0:45] of the other.
[0:48] Make sure everything's situated, and then
when you're ready, sit up nice and tall.
[0:53] See if you can align your head over your heart,
your heart over your pelvis.
[0:57] You might take your fingers and touch your
booty and move the fleshy part of the buttocks
[1:02] aside.
[1:03] You might fix your hair here.
[1:04] Just do all those little things, so that we
can come to a nice, still place as we begin
[1:10] our challenge.
[1:12] Nice and slow, settling in, easing into it,
and really choosing to stay present.
[1:17] So I like to call it getting your money's
worth.
[1:21] So we're going to get a workout.
[1:24] We're going to commit to 30 days of practice
together.
[1:31] We're going to stretch the body, tone the
muscles, deepen the breath.
[1:42] But beyond that, we're going to listen.
[1:44] We're really going to use this opportunity
to come into a different type of presence,
[1:49] maybe learn something new about yourself.
[1:55] So today's practice is focused on that.
[1:57] So you sit up nice and tall.
[2:00] Take a second to close the eyes, relax your
shoulders down, and just notice how you feel.
[2:08] Notice, perhaps, the tendency to want to move
quickly to the next thing.
[2:14] We got 30 days.
[2:16] We can take it nice and slow and really set
ourselves up for a nice experience that feels
[2:28] good.
[2:29] Bring your awareness or your attention to
your breath and just notice it.
[2:34] You might begin to deepen the breath, play
with it here, seeing if you can extend the
[2:41] inhale, make it a little bit longer, and extend
the exhale.
[2:54] Stick with your breath as we begin to move
the body and shape-shift in and out of different
[2:58] poses.
[2:59] Remember, the breath is energy.
[3:02] You send breath to the tight places.
[3:06] Use the tool of your pranayama or your breath
to stay focused and really be honest with
[3:12] yourself about how you feel each day and each
time you come to the mat.
[3:18] Oh, and also, let's have some fun.
[3:20] Dropping the chin to the chest, we'll begin
to draw circles with the nose, one way and
[3:28] then the other, and then reversing your circle.
[3:36] Back and forth, kind of dropping into this
moment for yourself.
[3:42] Then we'll bring the head back to center stillness
and draw the palms together at the heart.
[3:50] Deep breath in as you lift the sternum up,
thumbs, hearts coming together.
[3:54] You only have one heart, I guess, heart.
[3:59] We'll take a deep, deep breath in through
the nose here.
[4:01] This time, go ahead and let it out through
the mouth, exhale.
[4:06] Again, just like that, deep breath in thorough
the nostrils.
[4:11] Sit up nice and tall and exhale out through
the mouth.
[4:13] Make some noise.
[4:15] Now we'll interlace the fingertips.
[4:19] Keep breathing deep as you press the palms
forward, shoulders relaxed, drop down, and
[4:24] then we send the palms up and back.
[4:26] Nice and easy organic movement here.
[4:28] The knees are going to want to fly up, and
we're gonna ground down through the tops of
[4:32] the thighs, committing to a full body experience
as you lift and lengthen up through the side
[4:39] body and keep playing with your breath.
[4:42] We teeter-totter back and forth here.
[4:45] Stretch it out.
[4:46] Notice that the shoulders are starting to
rise up.
[4:48] See if you can keep the shoulders relaxed,
heart lifted.
[4:52] Arms may begin to get tired here, especially
if you're new to the practice.
[4:55] Stick with it.
[4:57] Find ease.
[4:58] Use your breath to keep it together.
[5:01] Just kidding.
[5:03] Inhale, back to center we go.
[5:05] This time, carve a line with your nose all
the way up.
[5:08] So rather than just looking up, kind of crunching
the back of the neck, just really mindful
[5:13] activity as we carve a line with the nose.
[5:15] Look up.
[5:16] One more breath here, and then on an exhale,
we break free.
[5:21] Fingertips rain down.
[5:23] Awesome.
[5:24] Plant the left palm into the earth.
[5:26] Inhale, reach right fingertips up and over
side body stretch.
[5:28] Again, work on creating a full body experience
as we ease into the practice.
[5:33] So for me, that means really paying attention
to, yes, the side body stretch, but also grounding
[5:39] down through the legs and maintaining that
extension through the crown.
[5:44] You might find a little pulse here.
[5:46] You might spiral your heart up towards the
sky.
[5:49] Make it your own here.
[5:51] Deep breath in.
[5:52] Then exhale swiftly up and through center,
and we take it to the other side.
[5:56] Right palm to the earth.
[5:57] Left fingertips reach up and over.
[6:00] Same thing.
[6:02] Stretch it out.
[6:03] Ease into it.
[6:08] Great.
[6:11] One more breath here.
[6:12] You might spiral your heart up towards the
sky, and then on an exhale, we bring it back
[6:17] to center.
[6:18] From here, we're going to walk the fingertips
behind us.
[6:20] I'm gonna turn to the side so you can see
this.
[6:22] Walking them behind, pinkies might come close
or, again, if the shoulders are really tight,
[6:26] give yourself some space.
[6:27] You can keep it nice and easy today.
[6:32] So I walk the fingertips back.
[6:33] We sit up nice and tall.
[6:34] Imagine lifting up through the armpit, chest
here.
[6:37] So we're lifting up through this area of the
body and opening the heart, the chest.
[6:41] Close your eyes.
[6:43] Find your breath.
[6:46] When you get bored, or your mind begins to
wander, come back to that sweet inhale.
[6:51] Exhale out through the mouth whenever you
need to let go a little bit or find a little
[6:54] inspiration.
[7:00] Then slowly we'll soften through the elbows
and walk the fingertips all the way around
[7:11] and forward.
[7:12] So nice and easy, we walk the palms forward.
[7:17] To each his own here.
[7:18] So you might end up here on the palms, really
pressing the sit bones into the earth again.
[7:23] Full body experience, really expanding the
awareness throughout the legs, the hips, making
[7:30] sure I'm still mindful of the shoulders.
[7:33] For me, that awareness is really an act of
self love.
[7:37] I'm considering all parts.
[7:39] Hey-o!
[7:40] First hey-o of the challenge.
[7:42] Okay.
[7:43] So you might stay up here on your palms.
[7:45] You might already be way past me and on the
forearms.
[7:48] If not, this gives you something to look forward
to.
[7:51] No worries, just be here in the moment.
[7:53] Another option is to maybe send the fingertips
all the way out and begin to relax the weight
[7:58] of the head over.
[8:00] You might find a soft sway back and forth.
[8:04] And again, the sit bones are going to want
to roll up here to compensate.
[8:06] See if you can stay grounded.
[8:10] Maybe a forehead underneath a block . . . Hello.
[8:13] A block underneath the forehead.
[8:17] Maybe even we bubblegum the fists here for
a little support.
[8:22] Breathe into your right hip.
[8:27] Find that breath.
[8:35] Then press into the sit bones.
[8:39] Press up into your palms.
[8:40] We're going to walk the fingertips, spider
fingers, as we say in kids yoga, over towards
[8:45] the right.
[8:46] Don't crank it.
[8:47] Keep it easy.
[8:48] Remember, find ease as we ease into the practice.
[8:50] I brush away dog hair.
[8:53] So professional.
[8:55] Deep breath in here.
[8:56] Keep a nice extension through the crown, breathing
into the left side body, pressing the sit
[9:01] bones back.
[9:02] Then we walk it through center and take it
to the left.
[9:06] Same thing.
[9:07] So again, those hips are going to want to
come up.
[9:08] We stay pressing into the sit bones, shoulders
relaxed, really mindful through the neck.
[9:18] Deep breath in.
[9:20] Follow your exhale as you unravel back to
center, and then we're going to switch the
[9:24] legs here.
[9:25] So right heel comes in, left leg comes out.
[9:30] We draw the palms together at the heart.
[9:31] Once again, inhale, sternum to thumbs.
[9:35] Exhale.
[9:36] Relax the elbows down.
[9:38] Just notice how your legs feel sometimes.
[9:41] This side can be a little bit different, feel
a little foreign.
[9:48] We'll interlace the fingertips.
[9:50] Sit up nice and tall.
[9:51] Press the palms.
[9:52] Actually let's interlace the opposite direction
this time, so opposite thumb on top, a little
[9:56] yoga for the brain as we begin.
[9:58] We press the palms.
[9:59] Oh, yeah, that feels weird.
[10:00] Forward, up, and back once again.
[10:02] And same thing, just a little organic movement.
[10:04] Yes, to stretch the side body.
[10:06] Yes, to bring awareness into the spine, but
really to set the tone for our practice and
[10:11] our challenge that you're in charge.
[10:14] It's more than modifying up or down.
[10:17] It's really about listening, being present,
easing into it, being honest.
[10:22] Also, it gives you the freedom to move how
you want to move.
[10:26] Find what feels good.
[10:29] Inhale.
[10:30] Carve a line with your nose.
[10:31] Look up and exhale.
[10:32] Rain it down.
[10:34] Great.
[10:35] This time, we walk the fingertips together
just like before.
[10:38] This time, we're going to inhale, lift the
heart, and exhale.
[10:42] Draw a line with the nose past the right shoulder.
[10:45] If you've practiced with me before, you know
I love this move.
[10:47] Imagine receiving a little kiss on the neck.
[10:50] This is a little hygiene for the neck and
shoulders.
[10:52] So it might seem like you're not doing a lot,
but we're drawing the shoulder blades down.
[10:56] We're opening the chest, lifting up through
the ribcage, and keeping an extension in the
[11:01] crown of the head.
[11:03] Breathe into the left side of the neck.
[11:05] Then on an exhale, this should feel really
yummy, as you drop the chin into the chest,
[11:09] breathe into the back of the neck.
[11:11] Oh, yeah.
[11:12] Then take it to the other side.
[11:16] So we find a softness here, even in this shape.
[11:22] We relax the shoulders down.
[11:24] Imagine someone kissing you on this side of
your neck.
[11:27] It's getting steamy in here already.
[11:32] Inhale in, extend, extend, and exhale chin-to-chest
for one more breath.
[11:38] This time, you can really draw your nose to
your navel.
[11:46] Then we lift up through the crown of the head.
[11:48] Take a deep breath in.
[11:49] Smile or turn on that inner smile.
[11:52] Then we release, walking the fingertips forward,
same thing.
[11:56] Palms come to the earth and feel this hip
out.
[11:59] So you might find a gentle sway.
[12:01] Again, coming onto the forearms might be an
option or maybe all the way down, breathing
[12:07] into the outer edge of that left hip, noticing
how the sit bones want to peel up, and the
[12:12] pelvis wants to rock, but we keep it grounded
and strong.
[12:21] Couple more breaths here.
[12:23] Nice, strong awareness throughout the whole
body.
[12:37] You press into the palms to slowly release
and come up.
[12:40] This time, we're going to take the fingertips,
spider fingers all the way to the left.
[12:44] So again, there is a tendency to want to crank
here and do the yoga pose, and I just ask
[12:48] you, invite you to ease up.
[12:50] We have 30 days.
[12:51] This is our first day.
[12:53] We're going to stretch it out, take a little
stock, get settled in.
[12:56] So nice, gentle twists to the left, and then
we'll release, take it through center and
[13:02] take it to the right.
[13:04] Breathe nice, long, smooth, deep breaths.
[13:14] Then gently release back to center.
[13:15] Also, flip your palms up, sit up nice and
tall.
[13:18] Take a look at your hands.
[13:19] Spread them wide.
[13:20] We're going to commit to a nice, strong awareness
through the hands as we come forward and up
[13:26] into tabletop position.
[13:27] So take this focus of the hands with you as
we come gently onto all fours.
[13:33] So we draw the wrists underneath the shoulders,
my friends, knees directly underneath the
[13:36] hips.
[13:37] Press into the tops of the feet.
[13:38] Take that focus of the hands with you as you
press away from your mat.
[13:42] So fingers are going to want to do what they
naturally do, and we're going to really expand
[13:46] awareness, building a strong foundation here
on day one.
[13:52] We press away from the earth.
[13:54] Draw the navel up towards the spine.
[13:56] Relax your shoulders, draw them away from
the ears.
[13:58] So really mindful in the head and neck.
[14:00] Tendency here is for the neck to kind of collapse,
but remember, the neck is a nice, long, beautiful
[14:05] extension of your spine.
[14:06] Cool.
[14:08] Take a deep breath in here.
[14:09] Press onto the tops of the feet.
[14:11] Don't panic.
[14:12] We're going to lift the knees, let them hover
just for a second here.
[14:14] I like to do this one to just bring a little
kick-start to our challenge, but also to light
[14:18] a fire in the belly.
[14:19] Also, when we lift the knees here, we can
really tell if we're collapsing in other places.
[14:24] So find that integrity.
[14:26] One more breath here.
[14:27] You might experience a little shake, a little
tremble.
[14:29] That's prana, the energy moving, definitely
a transformative energy there.
[14:34] So one more breath, and then we release.
[14:39] Cat cow never looked so good.
[14:40] Loop the shoulders, drop the belly.
[14:42] Inhale.
[14:43] Heart radiates forward.
[14:45] On the exhale, I start at the tailbone, turn
it under, curl it under as I rotate the hip
[14:52] points.
[14:53] Find the surrounding of the spine and release
the crown of the head to the earth.
[14:58] Inhale.
[14:59] Keep it nice and slow today.
[15:01] Dropping the belly, tailbone lifts up, heart
opens out.
[15:07] Moving with the breath, exhale, curing the
tailbone in, traveling up the spine until
[15:11] the crown of the head releases, moving at
your own pace here with your breath, doing
[15:23] a little energetic hygiene, getting the circulation
going.
[15:34] A little spinal flex.
[15:35] Even if we just did cat cow every day for
30 days, we'd be rocking and rolling.
[15:43] So we begin to veer off the beaten path here
if you haven't already, shaking the hips a
[15:47] little left to right, just kind of coming
off those railroad tracks, lingering in any
[15:51] place that feels tight or sore.
[15:57] Might get a little freaky on me and even come
forward.
[16:00] Whoa.
[16:01] This is where we just begin to let loose.
[16:10] Awesome.
[16:11] Then we'll come back to that tabletop position
and drop the elbows where the palms are.
[16:18] And again, stay aware of the hands here.
[16:20] Fingers are going to want to come in or go
out, especially if the shoulders are tight.
[16:23] So see if you can keep two railroad track
lines here.
[16:27] Pressing the elbows in to the earth, we walk
the knees back and melt the heart.
[16:31] Heart to earth pose, anahata assen.
[16:33] One of my favorites.
[16:34] If the forehead comes to the earth, let it.
[16:37] Let the pelvis rock up towards the sky.
[16:39] Hey-o.
[16:40] The sit bones shine, spread left to right.
[16:42] We take five nice, long, deep breaths here.
[16:46] Notice if the toes are coming in or going
out.
[16:47] See if you can keep that full body awareness
rocking and rolling.
[16:54] Belly can soften here.
[16:57] Inhale.
[16:58] Fill the back body with air.
[17:01] On an exhale, release your heart.
[17:05] Super awesome for the shoulders.
[17:11] Let's take one more breath here.
[17:19] Then to transition, I'm going to press into
all 10 fingerprints, all 10 knuckles, press
[17:24] into my elbows and slowly slide on through
to the belly.
[17:29] Oh, yeah.
[17:31] Press into the elbows.
[17:32] They're right underneath the shoulders still.
[17:34] Steel.
[17:35] Texas.
[17:36] Still.
[17:37] I press into the pubic bone, press into the
tops of the feet, and I grow nice and tall
[17:41] here in a little sphinx pose.
[17:43] So if you have to do some adjusting to find
length on the side body or in the spine, please
[17:49] do.
[17:50] Self adjustments are the best.
[17:51] We breathe here.
[17:54] Again, notice if you've lost awareness in
the wrists and hands.
[17:57] Keep that awareness.
[17:59] Press away from your mat with your elbows,
almost as if you're trying to tear your yoga
[18:03] mat in half with your elbows.
[18:06] One more breath.
[18:07] We inhale in and exhale, slowly release.
[18:11] All right.
[18:12] This time, palms are going to come underneath
the shoulders.
[18:15] We curl the toes under, and you know where
I'm headed.
[18:18] Right?
[18:19] Downward -acing dog.
[18:20] So there's two options here.
[18:21] You can come to all fours first and then peel
up through the tail, or there's always the
[18:26] option from this posture to come straight
to plank.
[18:30] So you can cool it, or you can heat it.
[18:33] We always have options here together.
[18:35] We'll meet in our first downward facing dog
of the challenge.
[18:39] Pedal it out.
[18:41] Check in with your feetsies.
[18:42] Bend the knees, and then don't forget that
awareness of the palms, of the hands, spreading
[18:48] wide.
[18:49] We'll take three more breaths here.
[18:52] So notice if you're just kind of holding,
waiting, like onto the next thing.
[18:57] Try to enjoy your practice.
[18:59] Breathe.
[19:00] Stretch it out.
[19:02] I shouldn't say try to enjoy your practice.
[19:06] How about we say just enjoy your practice.
[19:09] Now we're going to go for a slow walk up towards
the front edge.
[19:13] Take your time.
[19:14] Again, resist the urge to just task master
here.
[19:17] We're going to slowly walk up towards the
front.
[19:19] Together, we'll meet at the head of the mat
in a nice forward fold.
[19:26] So to each his own here.
[19:27] You might walk the fingertips to one side
and then the other.
[19:32] If you're feeling a little tight in the head
and neck, you might shake the head yes and
[19:36] no.
[19:37] Pay attention to your feet.
[19:38] Toes are pointing forward, feet are hip-width
apart here to start.
[19:42] You might clasp the elbows and rock gently,
left to right.
[19:47] So again, setting the tone for our practice
and really the tone for the challenge that
[19:52] you're in charge.
[19:53] I encourage you to improvise, to keep searching
and exploring.
[19:58] Try to avoid just being the yoga challenge
robot here, but really be yourself and listen
[20:03] to your body.
[20:09] When you feel satisfied, we'll release the
arms.
[20:13] Press into the feet, nice and strong.
[20:15] Bend the knees generously as you tuck the
chin into the chest, and we begin to roll
[20:20] it up, nice and slow.
[20:21] Take your time.
[20:22] Enjoy every move, every moment.
[20:26] This is our time that we've taken for ourself.
[20:31] So might as well relish.R Relish.
[20:35] Loop the shoulders forward, up, and back when
you arrive.
[20:39] So same thing here, when you get settled in,
try not to fidget with the feet too much,
[20:43] but keep that connection to the earth.
[20:46] Loop the shoulders, draw a couple circles
with the nose, work out the kinks.
[20:56] Oh, yeah.
[20:57] So we continue to deepen the breath.
[20:59] The more we move the body, the more we synchronize
the breath.
[21:02] Inhale.
[21:03] Draw the palms to your heart.
[21:05] Lift your sternum up to your thumbs.
[21:07] Lift the kneecaps.
[21:08] Draw energy up from the arches of the feet.
[21:10] This is our tanasana, our mountain pose here.
[21:13] So we stand up nice and tall.
[21:14] We extend through the crown.
[21:17] We find this upward current of energy through
the front body.
[21:19] It's like, "Aaaah."
[21:21] Then we find this sweet and almost humble
grounding through the back body.
[21:25] Just balance it out.
[21:28] Then once again, just as we did before, we're
going to interlace.
[21:31] Notice which thumb's on top as we press the
palms forward, up, and back.
[21:35] Again, upward current of energy through the
front, nice grounding through the back body.
[21:40] So we press into the heels.
[21:42] We tuck the pelvis in, shoulder blades in,
together, and down.
[21:47] If you want, if you need a little more side
body lift, we can stretch it out here a couple
[21:51] breaths.
[21:52] Otherwise, we're holding, nice and slow, steady
breath.
[22:03] Carve a line with your nose.
[22:04] Slowly look up.
[22:05] Take a deep breath in.
[22:06] Press into your thumbs.
[22:08] Up, up, up.
[22:09] Then exhale.
[22:10] Break free.
[22:12] Fingertips interlace behind the tailbone.
[22:13] See if you can put the opposite thumb on top.
[22:15] It's a little yoga for the brain.
[22:17] Sometimes it can throw you for a loop, but
we'll get the hang of it.
[22:21] Then we draw the knuckles down and away as
we open up through the chest.
[22:25] This is awesome if you work at a computer
or, again, you're a little stressed out in
[22:28] the shoulders.
[22:29] Deep breath in.
[22:31] Long breath out.
[22:34] Inhale in and exhale.
[22:36] We break free.
[22:38] Inhale.
[22:39] Reach the arms up.
[22:41] Full body stretch.
[22:42] Exhale.
[22:43] Palms come together as we bend the knees and
take it on down through the midline.
[22:47] Forward fold.
[22:50] From here, we inhale.
[22:52] Lift to a flat back position.
[22:54] Palms on the tops of the thighs or the shins
or fingertips on the mat.
[22:58] So we have three different levels here.
[23:00] You can peek at the video here to see what
this looks like, because we're going to come
[23:02] up to them many times in our 30-day challenge.
[23:05] We have one, two, and a soft bend in the knees
here for three.
[23:11] So you can mix and match for this flat back
position, bringing lots of integrity into
[23:16] the spine.
[23:17] Wherever you are, take a deep breath in.
[23:18] Inflate and exhale.
[23:21] Use your breath to release it back down.
[23:24] Cool.
[23:25] Fingertips come to the mat.
[23:27] We walk the feet together, and we slide the
right toes back into a low lunge, runner's
[23:31] lunge.
[23:32] So again, we're easing into the practice today.
[23:35] We're also trying to find ease with each breath.
[23:37] So if you're feeling tight in a certain place,
see if you can work a little energy into that
[23:41] place.
[23:42] So for me, it's the front of my right hip
crease.
[23:43] Stretching.
[23:44] I'm pulling my left hip crease back.
[23:46] You might lower the back knee as I have here
for a couple breaths.
[23:50] You might even find a rocking motion.
[23:52] So just a little play time here in low lunge
or runner's lunge.
[23:58] Notice if you're crashing into your fingertips.
[24:00] See if you can keep it light and easy.
[24:04] Then from here, we'll plant the palms, slide
the left toes back to meet the right.
[24:09] We come into our first plank, or maybe our
second, of our challenge.
[24:15] We begin to find a little movement here, staying
soft and easy, really using the breath to
[24:23] stay focused.
[24:24] So the mind wants to give up in a plank usually
a lot faster than the muscles do.
[24:29] So just stick with it here.
[24:30] One more breath in.
[24:33] As you exhale out, we'll lower the knees,
hug the elbows into the side body.
[24:36] You can always stay lifted in that push-up
position as we slowly lower down.
[24:41] Elbows pull back.
[24:42] We come to the belly.
[24:43] Release the legs, inhale, and lift up.
[24:45] [inaudible:00:24:46] or cobra.
[24:48] Find your breath and then exhale.
[24:50] We release.
[24:51] The transition I mentioned before, you can
curl the toes up here, come to all fours,
[24:56] then send it up to downward facing dog.
[24:58] Or for more heat, press back up into that
plank position, then anchor navel to spine
[25:03] as you send it back.
[25:05] Awesome, my friends.
[25:06] Take a deep breath in here in downward dog,
and a deep breath out.
[25:10] Awesome.
[25:11] Now we're going to step the right foot up.
[25:16] Come into our runner's lunge.
[25:18] Same thing here.
[25:19] A little play time.
[25:20] A little exploration as we ease in, stretching
that left hip crease, pulling the right hip
[25:25] crease back.
[25:27] Find a little organic movement.
[25:28] Stay mindful.
[25:29] Listen to your body.
[25:33] Then if the back knee is lifted, we'll lift
it . . . Excuse me.
[25:41] If the back knee is lowered, we'll lift it
back up.
[25:43] Take a deep breath in.
[25:44] Let your heart radiate forward.
[25:45] So we kind of come out of the turtle shell
here.
[25:48] Inhale.
[25:49] On an exhale, softly rock that back foot up
to meet the front.
[25:52] So you can take as many steps as you need.
[25:54] It doesn't have to be this big move.
[25:58] We find our forward fold.
[26:01] Inhale.
[26:03] Halfway lift, your version.
[26:05] Mix and match.
[26:07] Exhale.
[26:08] Slide it down.
[26:09] Now inhale.
[26:10] Reach the fingertips left to right.
[26:12] Press into your feet, and we're going to reach
all the way up towards the sky.
[26:16] Full body stretch here as we press into all
four corners of the feet.
[26:19] Lift the kneecaps.
[26:22] On an exhale, we bring the hands back to the
heart.
[26:26] Awesome.
[26:27] Soft, buoyant in the knees.
[26:29] We inhale.
[26:30] Reach it up.
[26:31] Full body stretch.
[26:33] Exhale.
[26:34] Hands come down through the midline.
[26:36] Inhale.
[26:38] Halfway lift.
[26:40] Long, beautiful neck.
[26:42] Exhale.
[26:43] Slide it down.
[26:45] Step the right toes back.
[26:46] Come to your runner's lunge.
[26:48] This time, we inhale.
[26:49] Open the heart and chest.
[26:50] You might come up off the fingertips here,
just to check in with your core.
[26:54] Squeeze the inner thighs to the midline, or
you might stay on your fingertips.
[26:57] Then on an exhale, plant the palms.
[27:00] Slide the left toes back to plank.
[27:02] Repeat the same move that we did before lowering
the knees, or this time, you might shift your
[27:06] weight forward, hug your elbows into your
side body, and slowly lower down.
[27:10] This time, we can either lift up to cobra,
or we can slide up through into upward-facing
[27:16] dog.
[27:17] So lots of options here as we explore our
day one of vinyasa.
[27:21] Navel to spine, we send it back, downward
facing dog.
[27:26] Deep breath in and deep breath out.
[27:30] Step the right foot up, runner's lunge.
[27:34] Same thing here.
[27:35] We inhale.
[27:36] Find the lightness in the fingertips.
[27:37] You might even lift the fingertips up off
the ground.
[27:40] Take a deep breath in.
[27:41] Front knee's stacked over front ankle.
[27:44] Exhale, release.
[27:45] This time, instead of rocking the back foot
up to meet the front, we're going to bring
[27:49] the right toes back to meet the left.
[27:52] One more time, practicing here with the knees
lowered, or we shift our weight forward, hug
[27:57] the elbows into the side body, and chaturanga
to up-dog.
[27:59] So we have lots of options here.
[28:02] Inhale.
[28:03] Find your heart opener.
[28:04] Then exhale.
[28:05] We'll lower the knees and send the sit bones
back.
[28:09] Child's pose.
[28:11] Nice work, my friends.
[28:12] Find your breath.
[28:13] You might rock a little side to side here,
stimulating that third eye, that point of
[28:22] intuition.
[28:23] We'll take a second here to connect to our
intentions.
[28:26] Connect to your intention of the challenge,
why you're committed to the 30-day practice,
[28:34] why you're here.
[28:37] You might draw the palms together here.
[28:39] Walk the elbows forward and bring them up
overhead, kind of like a little Namaste shark
[28:47] fin.
[28:49] So articulating your intention here for your
practice, relaxing the shoulders, reconnecting
[29:04] to the sound of your breath.
[29:14] Then slowly we'll release the fingertips back
down.
[29:19] Draw the heart up, back to all fours.
[29:22] Then we're going to cross the left ankle over
the right here and very gently.
[29:27] You can use your hands to guide you.
[29:29] Come through into a nice seated posture.
[29:32] I'm going to center myself on my mat, and
you can too.
[29:36] Drawing the palms behind the knees, I'm going
to inhale in.
[29:40] On an exhale, lift your feet.
[29:41] So we're not going into any certain kind of
boat pose here today.
[29:45] We're just kind of easing into this core strength
and tapping into this full body connection.
[29:50] So you might rotate your ankles one way and
then the other.
[29:53] Also, it is not cheating to hold your legs
up here.
[29:56] I think that's so silly.
[29:58] You can hold a good amount.
[30:00] Look, my arm muscles are working here.
[30:01] See?
[30:02] It's good.
[30:03] So we're not going into you know a boat pose
here.
[30:05] We're really slowly taking every little intrinsic
muscle along for our 30-day yoga ride and
[30:14] beyond.
[30:15] Okay.
[30:17] So we're here.
[30:18] We can also, if this is a little too much
for you right away, can keep the big toes
[30:20] on the ground.
[30:21] But everyone, lift your heart.
[30:23] See if you can grow taller up through the
sternum.
[30:26] Then maybe you keep your hands here, or maybe
you reach your fingertips forward.
[30:29] We're going to take a couple breaths here.
[30:32] Just notice where your mind goes, like if
you're like [grunts], or if you can find a
[30:37] little ease.
[30:38] Maybe turn the palms up, soften through the
toes.
[30:41] Belly's working here, but so is the back body.
[30:43] I'm lifting my heart.
[30:44] So I'm not really collapsing here, but keeping
it lifted.
[30:46] Let's do one more deep breath in, and exhale.
[30:50] Hands come back to the thighs.
[30:51] Then this is a fun move.
[30:53] We rock it back.
[30:56] We rock a couple times.
[30:58] So it feels good.
[31:00] Again, you can keep the hands on the backs
of the legs here for a little stability.
[31:04] We massage the spine back and forth.
[31:08] You know me.
[31:09] I like to keep it playful.
[31:10] So if you feel a little goofy, good.
[31:12] Then we'll release it back to the earth.
[31:17] Oh, yeah.
[31:19] So here, we're going to take a full body stretch
as we wind it down.
[31:22] Again, just easing and settling into the challenge.
[31:24] We inhale, reach the fingertips up overhead.
[31:27] Exhale, interlace the fingertips and create
a little pillow, little neck hammock here.
[31:31] So you can keep the thumbs extended here or
not, but I like to do that and give myself
[31:37] a little massage, a little yogic massage.
[31:41] All right.
[31:42] Then keep the elbows nice and wide.
[31:44] Inhale, draw the knees up toward your heart.
[31:47] Scoop the tailbone up, so that lower back
can become really comfy with your mat.
[31:53] Extend the right leg out long.
[31:55] Inhale in.
[31:56] Exhale.
[31:57] Lift the head, the neck, the shoulders.
[31:58] Kiss right elbow to left knee.
[32:01] Deep breath in.
[32:02] Exhale, switch.
[32:03] Left leg out, kiss left elbow to right knee.
[32:06] We move back and forth here, keeping it really
soft and easy breezy, resisting the urge to
[32:14] clench, to speed up.
[32:16] We'll do that later.
[32:17] So you can keep it nice and soft.
[32:19] So lower back's going to want to come up,
and I'm going to keep my navel driving down,
[32:23] tailbone scooping up.
[32:25] Okay.
[32:26] Just a couple more here.
[32:27] You totally got this.
[32:28] Breathe.
[32:29] Find your breath.
[32:32] Then we release the soles of the feet to the
ground.
[32:35] Release the arms and slowly extend the legs
out long.
[32:40] Awesome.
[32:41] Take a deep breath in through your nose here
and a long exhale out through the mouth.
[32:48] Nice.
[32:49] Inhale.
[32:50] Draw the right knee up.
[32:52] Squeeze it up in towards your heart.
[32:54] Squeeze, squeeze, squeeze.
[32:55] Exhale, taking it over towards the left.
[32:57] Twist it out.
[32:58] We can open up through the right arm.
[33:00] We breathe up and down the spine.
[33:02] Really nice, slow, stabilizing twist here
before we head to shavasana.
[33:10] Gently melt it back to center, and we switch.
[33:20] Squeeze that left knee up towards your heart.
[33:21] When you're ready, find your twist.
[33:27] Oh, yeah.
[33:35] Gently releasing it back to center and preparing
for our final and most precious posture here.
[33:42] Sometimes this can be the most challenging
posture.
[33:44] So again, just try to ease into it.
[33:46] You can pillow the head with a blanket.
[33:48] You can cover up if you're chilly.
[33:49] You can even roll a blanket or towel up behind
the knees to support the lower back.
[33:54] We'll send the arms out wide, palms face up.
[33:58] Inhale.
[33:59] Lift your heart, your chest open.
[34:02] Exhale, release.
[34:03] I can hear the birds chirping outside my window.
[34:07] It's very sweet.
[34:09] Close your eyes.
[34:10] Get all little wiggly movements out of the
body, and then we settle in to the corpse
[34:18] pose, finding stillness here.
[34:26] Even if you're short on time, find a moment
to just pause and give yourself permission
[34:31] to do absolutely nothing.
[34:33] Just let go.
[34:37] Thank you for sharing your time, your energy,
and your practice.
[34:44] Good job.
[34:45] Namaste.
