[0:01] Welcome to Yoga with Adriene.
[0:03] I am Adriene, and I am super-excited because
today we have a sequence for the complete
[0:07] beginner.
[0:08] If you're new to yoga or you've been curious
about yoga practice and all its wonderful
[0:13] beautiful benefits, this is a great sequence
for you.
[0:15] You don't
need any blocks, you don't need any blankets;
[0:18] all you need is your body and an open mind.
[0:21] If you have a mat that's great, but otherwise,
open mind, open heart.
[0:26] Let's get started.
[0:34] OK, my friends and my new friends, we're going
to begin in a cross-legged position we call
[0:42] this Sukhasana, or the easy pose, the pose
of ease.
[0:46] Take a second here to check in with the breath
by maybe looping the shoulders a couple times
[0:50] forward, up, and back.
[0:53] Inhale looping forward, exhale
grounding down and back.
[1:00] Just finding a little organic movement, and
then maybe checking in with the neck by maybe
[1:09] just moving one ear over one shoulder.
[1:11] Then we'll go forward into chest, shaking
the head, yes and no.
[1:26] Coming back to center, we'll bring the head
over the heart, the heart over the pelvis.
[1:30] Take a second to maybe close your eyes or
soften the gaze so you can maybe go inward
[1:34] a little bit as we find alignment; head over
heart, heart over pelvis.
[1:39] We life the sternum, lift the chest, and then
again,
[1:41] ground down through the elbows on the exhale.
[1:45] Find a nice space between the ears and the
shoulders.
[1:49] We just come into the moment with a little
integrity, whatever that means to you.
[1:53] For me, it means body awareness, mind awareness,
noticing where my thoughts are, and coming
[1:59] back to that
body awareness.
[2:02] See if you can begin to deepen your breath;
nice, long inhale in and a nice, long, juicy
[2:08] exhale out.
[2:11] Keep that going; nice, long inhalation and
a nice, long, extended exhale out.
[2:20] Draw your palms together at the heart, take
a deep breath in.
[2:25] Each time we come here, this is a great little
beginners' tip: Each time we come to this
[2:29] mudra, we call it Anjali Mudra, you can think
about lifting your sternum or your heart up
[2:33] to your chest.
[2:34] Often when we get a little bit tired, and
we
[2:35] will in our practice, we can have this little
reminder to loop the shoulders and lift the
[2:40] sternum to the thumbs each time we come to
this hands-at-the-heart or this prayer position,
[2:47] Anjali Mudra.
[2:48] Practice that now.
[2:49] Inhale, lift your sternum up to your thumbs,
draw your lower belly or your navel in to
[2:53] meet your spine.
[2:54] Again, we're just coming into this active
body but with this sense of ease.
[2:59] This is going to be a wonderful tool for beginning
a yoga practice; just finding the balance
[3:06] between active body, strength, engaging qualities,
and then also a softness, an ease, a lightness,
[3:13] a calmness, if you will.
[3:17] Finding a place where those two can dance
and be together is what our yoga is all about.
[3:22] Interlace the fingertips, follow your breath.
[3:25] As you inhale, press the palms forward, up,
and back.
[3:30] Nice and easy as we climb up the side body,
climb up the spine.
[3:34] On your next exhale, release the fingertips
down.
[3:37] Nothing fancy, just checking with the body,
checking with the breath.
[3:41] Inhale again.
[3:43] Forward, up, and back.
[3:45] On your exhale fingertips release with elegance,
with ease; opening the shoulders, opening
[3:48] the chest, checking with the side body.
[3:52] One more as we ground down through the top
to the thighs.
[3:55] Deep breath and exhale release.
[4:01] Take your right palm to your left knee, sit
up nice and tall.
[4:04] Send your left fingertips behind the tailbone.
[4:07] As you inhale, lift up, lift your heart, exhale
journey towards the left.
[4:13] Find a gentle twist.
[4:15] Navel draws in towards the spine, and we remember
that we come to the mat to have an experience
[4:21] in our body.
[4:23] Don't crank yourself into the posture.
[4:25] Have the
experience of gently moving into the twist,
[4:30] maybe closing the eyes for one last breath.
[4:36] We gently release back to center and take
it to the other side; left palm to right knee,
[4:40] sit up nice and tall.
[4:41] This time I'm going to turn to the side so
that you can see my spine.
[4:44] The tendency is going to be
to round forward.
[4:46] We spend a lot of time here all the time,
so no worries.
[4:49] In time, we're going to begin to lengthen
tailbone down, lower back becomes nice and
[4:55] long, heart lifts, shoulder blades ground
down, and we find our twist.
[5:01] What I'm trying to say is don't sacrifice
this lift in the heart and this length in
[5:05] the spine for a deeper twist.
[5:09] This is wrong y'all; it's just wrong.
[5:12] Find what feels right, what feels good.
[5:14] It might mean that you don't go all the way
far back at first.
[5:18] We keep a nice mindful twist, using that exhale
to journey a little deeper, even if it's just
[5:25] energetically, and then gently releasing back
to center.
[5:33] Take a second one more time to interlace the
fingertips with the heart.
[5:36] Inhale, palms reach forward, up, and back.
[5:38] Long puppy belly we stretch; lift it up high,
and then exhale, release fingertips to the
[5:43] mat.
[5:44] Side body stretch nice and easy, keep grounding
through the legs.
[5:47] The legs aren't
just limp, they're nice and active; tops of
[5:53] the thighs drawing down.
[5:55] Plant your left palm or left fingertips, beginner
yogi's choice.
[6:00] Press into the palms or the fingertips, and
then send the right fingertips up, think up,
[6:04] up, up, up, and then go over.
[6:06] Careful not to just go over trying to mimic
an asana that you've maybe seen before; have
[6:10] an experience.
[6:11] Inhale,
reach it up, keep this lift in the heart,
[6:14] and then exhale, side body stretch.
[6:16] Here, we're not going to hold, but we're going
to set the tone for our yoga practice and
[6:21] our yoga journey by finding a little self-expression,
finding a little movement.
[6:26] You might sway up and down, front and back,
you might close your eyes, you might stretch
[6:31] your mouth, you might wiggle the fingertips.
[6:34] Draw the shoulders away from the ears, take
a deep breath in, and exhale swiftly through
[6:39] center and to the other side, creating space
in the body, connecting to the breath.
[6:46] Remember, there's no right or wrong.
[6:49] It's great, just takes the edge off.
[6:51] We're going to learn some basics,
we're going to focus on alignment, but really
[6:55] it's about that self- expression.
[6:57] Find a moment or two to find a little movement,
and then swiftly we come back to center.
[7:04] We're going to take the palms and dive forwards
onto all fours.
[7:11] I'm going to align wrists underneath the shoulders
and knees directly underneath the hip points.
[7:18] I'm pressing into the tops of my feet; toes
are pointing straight back and my palms are
[7:23] spread super-duper-wide, spreading the palms
like starfish.
[7:28] The most important thing I can teach you at
this moment is to connect with this upper
[7:31] current of energy, whatever this means to
you, and that means not collapsing into the
[7:35] bones, but pressing up and out of the earth.
[7:41] That means connecting to every part of the
foundation, all parts
[7:44] of the body that's pressing into the mat,
and then remembering the find that integrity;
[7:50] head in the heart, heart over the pelvis,
but maybe creating a nice tabletop position.
[7:54] We're not sitting up straight anymore, we've
moved our center of gravity, but I can still
[7:58] work with that alignment: Head, heart, and
pelvis in line.
[8:01] Notice how I'm drawing my shoulders away from
the ears and I'm remembering that my head,
[8:06] this neck, is an extension of the spine.
[8:08] I'm not hanging out here, I'm not crunching
here, but I'm going ahead and taking the gaze
[8:13] down
for now and finding a nice, long, beautiful
[8:17] neck.
[8:18] You might feel a little
bit of pressure in the arms and the wrist.
[8:22] Keep pressing up and out of the
palms so that we can begin to build strength
[8:26] rather than collapse into the
bones.
[8:31] From here, one more breath.
[8:33] I'm going to exhale.
[8:37] On your next inhale, loop the shoulders, drop
the belly, tailbone tilt up
[8:41] towards the sky as I look forward.
[8:42] A little cat-cow; long neck.
[8:45] Take your
time, no rush.
[8:49] On the exhale, I start at my tailbone, I travel
up the
[8:52] spine, walking up the spine until the crown
of the head is the last thing
[8:56] to release.
[8:58] Take a breath cycle, in and out, letting the
weight of the head
[9:01] go.
[9:02] Navel's drawing up towards the spine.
[9:05] I'm pressing into the tops of the
feet, I'm pressing up and out of the palms.
[9:09] Deep breath in, inhale, looping
the shoulders, heart radiates forward.
[9:16] Then on the exhale, tucking the
tail, drawing the navel up, closing the eyes
[9:22] to really have an experience,
we call this spinal-flex or cat-cow.
[9:27] One more inhale.
[9:29] Pressing into all 10
knuckles, exhale, curling the tailbone in,
[9:36] starting there, traveling up the
spine; chin to chest, crown of the head releases,
[9:41] and then we inhale back
to tabletop position.
[9:45] Curl your toes, walk your fingertips back,
a little
[9:47] yoga for the feet, a little beginners' feet
moment.
[9:51] For some this is no biggie.
[9:52] For others, your dogs are barking at you right
now, so you might just stay here.
[9:58] Others might walk the palms all the way
up.
[10:01] Find that lift in the heart, deep breath in,
press into your pinky
[10:03] toes.
[10:04] This is a great opportunity to roll the wrists
out.
[10:08] Stay connecting
to that breath.
[10:10] Don't worry about how to breathe, just continue
to play
[10:12] with the breath; deep in the breath.
[10:15] Then we'll come back to all-fours.
[10:17] Come on to the tops of the feet again.
[10:20] Inhale, extent the right toes out
long.
[10:23] Go ahead and bring the right toes to the earth.
[10:25] We're just going to
take a couple of seconds to breath into the
[10:27] back of that right leg, breathe
into the calf.
[10:30] Notice I'm not collapsing into my shoulders,
but I'm
[10:33] maintaining that lift so that slowly, I can
begin to build that strength in
[10:37] the arms and just that energetic body, that
lift, we call it Hasta Bandha;
[10:42] the hand-to-earth connection, this upward
current of energy.
[10:46] Notice how I'm rocking a little bit back and
forth, just finding that sit
[10:48] bone to heel connection.
[10:50] I'm working it, drawing my navel up towards
my
[10:52] spine, knitting the lower rib cage and keeping
the neck nice and long.
[10:57] Then
release back to tabletop position and take
[10:59] it to the other side.
[11:01] Curling
the left toes under now, stretching out the
[11:04] back of that leg, the calf,
while still maintaining a nice line from the
[11:09] crown of the head to the tip
of the tail.
[11:13] Breath, and then we'll bring it back to tabletop
position.
[11:18] Curl the toes under, walk your palms out,
and then slowly, we're going to
[11:23] walk the knees back here.
[11:26] Elbows are going to drop in line with the
shoulders and in line with the wrists.
[11:30] Then my pelvis is going to tilt up
as my forehead maybe comes to the mat and
[11:35] heart melts down towards the
knees.
[11:37] If your shoulders are having a wake-up call
right now, maybe you
[11:40] pulse in and out of it a couple times.
[11:42] We call this Anahatasana, or heart-
to-earth pose.
[11:46] This is a like a puppy posture, like a half-downward
dog.
[11:51] Take a couple of breaths, sway a little from
side to side.
[11:56] My shoulders are
actually a little tight, a little sore from
[11:58] practice yesterday, so I'm
finding a little bit of movement.
[12:01] I'm never sitting in any sharp pain ever,
but using my breath as a tool to move beyond
[12:07] the pain and find some
movement.
[12:11] Again, notice how the elbows, they're going
to want to come out.
[12:14] See if you
can keep them in line with the wrists and
[12:17] the shoulders.
[12:18] One more breath;
heart to earth, pelvis tilting up towards
[12:21] the sky.
[12:22] Then I'll begin to curl
the toes, inflate at the heart, inhale, life
[12:28] the heart, press into the
palms, and then slowly, one leg at a time,
[12:32] nice and slow, I'm going to lift
the sit bones up, dropping the left heel then
[12:38] right, and come into our
first downward dog together.
[12:43] Palms pressing like starfish into the earth,
keeping that upward energy, that upward current
[12:48] up through the palms,
through the arms, so I'm not collapsing my
[12:51] weight.
[12:52] I'm finding this nice
length in the spine.
[12:56] Notice how I have really yet to straighten
both my
[12:58] legs yet.
[12:59] Don't worry about what you think downward
dog is supposed to look
[13:02] like, but my beginner's tip, and this is great
for all yogis; we always try
[13:07] to inspire each other in the yoga world to
come back to a beginner's mind.
[13:11] I think downward dog is a great place to check
in with that beginner's
[13:14] mind, by first maybe finding a little movement,
peddling the feet, drawing
[13:19] the shoulder blades in and together.
[13:23] Take a deep breath in, and then
exhale, come back to the knees, and walking
[13:27] the fingertips back up for a
little rest.
[13:30] Loop the shoulders, maybe a couple of circles
of the wrists,
[13:36] and we dive in for more.
[13:37] Here we go.
[13:38] Palms to the earth, belly to the tops of the
thighs.
[13:41] This time slowly,
slowly building to a nice still dog where
[13:46] we take a second to be with the
breath.
[13:50] Tops of the shoulders are drawing away from
the ears.
[13:52] My two big
toes are turned in just slightly, sit bones
[13:55] shining up towards the sky.
[13:57] I
knit my lower rib cage together, I press up
[14:00] and out of my palms, I make
sure my head is nice and loose, not holding
[14:04] in the neck.
[14:06] Tops of the thighs
have this sweet inner-spiral going in towards
[14:09] the back of the mat.
[14:11] I take a
nice deep breath in through the nose then
[14:16] exhale out though the mouth.
[14:17] It's
allergy season here in Austin.
[14:21] Inhale in through the nose and exhale out
through the mouth.
[14:26] Bend your knees generously, go for a little
walk slowly up towards the
[14:30] front end of your mat, come on to the fingertips
when you need to.
[14:33] Together, we'll land in a forward fold; feel
hip-width apart, knees bent as
[14:39] generously as you need, and we let it all
hang.
[14:44] Breathe, breathing into the
lower back, Uttanasana.
[14:47] We might grab the elbows and rock a little
side-to-
[14:49] side, then releasing the arms, bringing them
to the waistline, perhaps
[14:54] using the thumbs to hook behind the back as
I loop shoulders, pressing all
[14:58] four corners of the feet, and slowly rise
up coming into a superhero pose
[15:05] as I loop the shoulders by not lifting the
chest.
[15:08] I'm actually going to the
front so you can see me loop me a little bit
[15:12] better.
[15:13] I'm coming into a mountain pose, we call this
Tadasana, with the feet hip-
[15:16] width apart, toes are pointing forward.
[15:18] Really, this is about connecting to
the earth, feeling strong.
[15:22] We practice this here so later on when we
come
[15:24] into all these other fun, crazy poses, we
practice, again, that upward
[15:28] current of motion while also grounding down.
[15:34] For now, just check in with
the feet, spreading awareness through all
[15:37] four corners of the feet, perhaps
drawing energy up through the arches to the
[15:40] feet, maybe even lifting the
knee caps, toning the quads; just bringing
[15:45] a little active energy into the
body as, once again, we draw the palms together
[15:49] at the heart and, lift the
sternum to the thumbs.
[15:54] Tuck your pelvis in, everyone.
[15:56] Again, close your
eyes, find that head over heart, heart over
[15:59] pelvis; this time pelvis over
heels or the center of the heels.
[16:04] Interlace the fingertips, soften the
knees, find a little buoyancy as we inhale.
[16:09] Reach forward, up, and back.
[16:11] A
nice tall stretch, and then exhale releasing
[16:15] the fingertips down, just like
we did when we were seated.
[16:19] Opening the chest, inhale, soft knees, reaching
forward, up, and back.
[16:26] Tailbone lengthens down, tuck your pelvis,
and
[16:28] exhale opening the shoulders, fingertips might
move a little bit.
[16:32] Maybe
checking with the neck this time: Inhale,
[16:36] forward, up, and back,
lengthening the tailbone down, exhale.
[16:45] Take a second to draw a couple of circles
with your nose, check in with the
[16:49] neck.
[16:50] Often, we think in yoga, we have to be in
these crazy pretzel shapes,
[16:55] but really for me, each day; yoga really begins
with this movement, this
[16:59] gesture; drawing circles one way and then
the other, checking with my neck,
[17:04] grounding down through my shoulders, elbows,
and fingertips.
[17:10] Feels good.
[17:11] Take a second, soft knees, to bend the knees,
and then reach the fingertips
[17:15] out; Volcano Pose.
[17:16] I'm lifting my toes, just to press into all
four corners
[17:19] of my feet.
[17:20] I'm tucking my pelvis in.
[17:21] Your arms might get tired right away.
[17:23] With practice, you'll notice this gets easier.
[17:26] Pull the thumbs back, find a
flying-V is you feel like this, no space;
[17:30] find some space.
[17:31] Release the toes
back down if you haven't already and breathe.
[17:34] Spread the fingertips in
celebration of you and your new yoga practice.
[17:39] Then take the right hand and grab the left
wrist, again, just like we did
[17:43] before in the side body stretch, think up
and over.
[17:45] Rather than just to the
side, think up, length, length, length, and
[17:50] then over.
[17:52] This will look a
little different for everyone.
[17:53] Again, you could find a little self-
expression as you maybe sway a little back
[17:57] and forth.
[17:59] Then we'll come back
to center.
[18:00] I know arms might be getting tired; hang with
me.
[18:03] Grab the
opposite wrist, think up and over as you breathe
[18:05] into the stretch.
[18:12] Ground
down through your feet.
[18:13] Remember that sit bone-to-heel connection;
tuck
[18:15] your pelvis.
[18:16] Then we come back to Volcano Pose for one
breath.
[18:18] As we inhale
look up, by drawing a line with the nose up,
[18:22] and then exhale back down at
the heart, palms to the sternum as we lift
[18:27] it up.
[18:29] Bring the hands to the waistline.
[18:34] We're going to take the right foot
forward and the left foot back.
[18:40] I'm wanting to get to a place . . . I'm not
going to spend too much time on all the fine
[18:43] details because I'm wanting
just to get a taste for things.
[18:47] Right toes are going to point forward, left
toes are going to point towards the front
[18:50] left corner of the mat.
[18:52] I'm going
to make sure that I'm on two planes rather
[18:54] than one tightrope, like two
skis so I have lots of space, maybe hip point
[18:59] apart.
[19:01] Take your right thumb,
pull your right hip point back, then see if
[19:03] you can tuck your pelvis and do
this thing we've been working on where we
[19:06] align head of heart, heart over
pelvis.
[19:09] The tendency is that the pelvis is going to
want to spill back, but
[19:12] I'm going to lengthen the tailbone down, tuck
my pelvis and find integrity
[19:16] in the torso, lighting that fire in my belly.
[19:20] too.
[19:21] Hands on the waistline as I loop the shoulders
and breathe.
[19:24] Back heel is on
the earth strong, both legs are charged by
[19:28] maybe squeezing the inner thighs
together, finding that scissor effect.
[19:33] Got excited there.
[19:35] Then finding that
effect in the crown.
[19:37] Breathe.
[19:38] You can stay here, bending the front knee
generously.
[19:41] Eventually, I'm going to want to get to a
place where the
[19:43] bottom of that thigh is parallel to the earth,
but in due time.
[19:47] I can stay
here, hands on the waist, or I can reach the
[19:50] fingertips behind the ears and
reach it up.
[19:53] I'm in Warrior I, Virabhadrasana I. Pull the
thumbs back, remember your
[19:58] alignment.
[19:59] Draw your navel in slightly, breathe.
[20:01] If you feel like . . . hug
those inner thighs together, find stability
[20:05] as you breathe.
[20:08] Take a deep
breath in, inhale.
[20:10] As you exhale, open up to the left side of
your mat;
[20:13] Warrior II.
[20:14] I might walk my front toes towards the front
edge of the mat
[20:18] and I might find a little bit more space,
a little wider stance is what I'm
[20:21] trying to say, as I pull my pinkies back and
find that lift in the heart.
[20:26] Breathe.
[20:27] Strong legs, and then exhale, hands to the
waistline.
[20:31] I'm going to
turn my right toes in and my left toes out
[20:35] to take it to the other side.
[20:36] We're going to work in reverse order here,
so a little yoga for the brain
[20:40] too, coming into our Warrior II on the left
side first.
[20:43] Bend the knee.
[20:45] The tendency is you're going to be like, "I'm
not strong, so I'm going to
[20:48] hang out.
[20:49] I'm going to not bend that knee so far right
away," but I think
[20:52] you'll be surprised.
[20:53] Get in there, get a little juicy, make sure
your feet
[20:57] are stacked just where you need them so we're
not on that tightrope.
[21:00] We're
really paying attention to our foundation,
[21:03] working our yoga poses from the
ground up.
[21:05] Deep breath in, and exhale, hands to the waistline.
[21:09] Then I'm
going to step the back foot in just a little
[21:12] bit so that I can bring that
back heel to the earth.
[21:16] Strong legs, strong lower body, as I move
my hip
[21:19] points gently towards the back edge, we're
just now on the front edge of
[21:23] the map.
[21:24] Lengthen the tailbone down, find that lift
in the heart.
[21:27] We can
stay here or we can reach the fingertips behind
[21:30] the ears to come up:
Warrior I in the opposite side.
[21:34] Again, don't worry about trying to create
that perfect image, that perfect asana.
[21:39] It really is about having an
experience, and then growing the pose.
[21:43] That makes it fun too, and less
work.
[21:47] One more nice, long inhale in here.
[21:49] Hang with me.
[21:50] Hug those inner thighs
towards the midline, and on an exhale, flow
[21:54] with the fingertips down back
to the waistline for a little stability, hooking
[21:58] my thumbs behind here.
[21:59] Then I'm going to turn the left toes in, come
back to center, and I'm going
[22:05] to heel-toe-heel-toe my feet back into center.
[22:06] When you hear that in yoga
class, that's what this means: Heel-toe-heel-toe.
[22:09] It's silly.
[22:13] This time,
I'm going to challenge my center of gravity
[22:15] by coming feet flush together.
[22:17] Before we were hip-width apart, now I'm going
to stand up nice and tall
[22:21] into tadasan, where I'll finish my practice
today, bringing the fingertips
[22:26] down, maybe closing the eyes, challenging
that center of gravity; taking
[22:30] the experience of my practice and drawing
the palms together at the heart.
[22:36] Inhale in, and nice, long exhale out: Tedasana.
[22:42] That was just a simple sequence to get us
started.
[22:48] The hardest thing I
often discover, and I'm sure many yogis will
[22:52] agree, the hardest part is
just showing up; just rolling out the mat,
[22:56] just getting to the gym, getting
to class, taking a moment for yourself.
