Fuel Your Marathon, Don't Bonk

Hitting "the wall" in a marathon isn't inevitable — it's a fueling failure. Your body stores approximately 2,000 calories of glycogen, but a marathon burns 2,600-3,000+. The math is simple: if you don't take in calories during the race, you will run out of fuel. Here's how to prevent that.

3 Days Before: Carb Loading Done Right

Carb loading isn't just eating pasta the night before. It's a 2-3 day strategy to maximize glycogen stores.

  • Target: 3-5g of carbohydrates per pound of body weight daily for 2-3 days before the race
  • Good sources: Rice, pasta, bread, oatmeal, sweet potatoes, bananas, pretzels
  • Reduce fiber: Switch to white bread and white rice to avoid GI issues on race day
  • Don't overeat: Increase carb percentage, not total volume. Replace some fat and protein with carbs
  • Stay hydrated: Each gram of stored glycogen holds 3g of water — you'll feel heavier, and that's a good sign

Race Morning: The Pre-Race Meal

Eat 2.5-3 hours before the gun. This gives your body time to digest and top off glycogen stores.

  • Ideal meal: 300-500 calories, mostly carbs, low fat, low fiber
  • Examples: Bagel with peanut butter and banana, oatmeal with honey, toast with jam
  • Coffee: If you're a regular coffee drinker, have your normal amount. Caffeine improves performance
  • Nothing new: Race morning is not the time to try a new food. Practice your pre-race meal in training

During the Race: Your Fueling Plan

This is where most marathoners get it wrong — either too little fuel, too late, or untested products.

The Rules

  • Start early: Take your first fuel at mile 4-5, before you feel hungry
  • Target: 30-60g of carbs per hour (roughly 1 gel every 30-45 minutes)
  • Consistency: Set a watch alarm if needed. Every 4-5 miles, take a gel
  • Wash it down: Always take gels with water, never sports drink (double sugar = stomach problems)

Gels vs. Chews vs. Real Food

  • Gels (Maurten, GU, SiS): Fastest absorption. 80-100 calories per gel. The gold standard for marathons
  • Chews (Clif Bloks, Skratch): Easier to stomach for some. Slightly slower absorption
  • Real food: Better for ultras than marathons. If you prefer it, stick to simple carbs (pretzels, orange slices)

Hydration During Race

  • Water vs. sports drink: Alternate at aid stations. Sports drink provides electrolytes and additional carbs
  • Don't overdrink: Hyponatremia (low blood sodium from overdrinking) is more dangerous than dehydration
  • Sodium: If you're a heavy sweater or it's hot, carry salt caps (SaltStick, Precision Hydration)

Caffeine Strategy

Caffeine is the most legal performance enhancer available. Take a caffeinated gel at miles 18-20 for a late-race boost. Studies show 3-6mg per kg body weight improves endurance performance. For a 150lb runner, that's 200-400mg — roughly 2-3 caffeinated gels.

Post-Race Recovery Nutrition

The 30-minute window after finishing is critical for recovery.

  • Immediately: Drink a recovery shake or chocolate milk (3:1 carb-to-protein ratio)
  • Within 2 hours: Eat a full meal with carbs, protein, and healthy fats
  • Next 24 hours: Continue eating carb-rich meals. Your body is replenishing glycogen stores
  • Hydrate aggressively: You likely lost 3-8 pounds of water weight. Drink until your urine is light yellow

Practice, Practice, Practice

The golden rule of race nutrition: nothing new on race day. Every gel brand, every sports drink, every pre-race meal should be tested during your long training runs. Your stomach is a muscle that needs training too.
