Yoga for Athletes: Hip and Hamstring Flow Explained

Most yoga sequences for runners and cyclists are built around a single goal, loosening tight hips and hamstrings before or after a long session. Teddy McDonald's "Yoga for Athletes: Hips and Hamstrings" class, the 271st in his numbered series, is more interesting than that goal suggests. Filmed live and posted to YouTube in March 2021, it shows an endurance athlete and yoga teacher working through a roughly ninety-five-minute session that moves from breath and neck mobility into wide-legged inner-thigh openers, side-to-side hip warm-ups, sun salutations, a deliberate split of the calf from the hamstring, and a pigeon pose. Along the way he modifies his own practice around a healing shoulder, narrates why each adjustment matters, and treats the mat as a training environment rather than a place to chase flexibility for its own sake. What follows draws on the opening stretch of that session, and on the logic behind the choices he makes.

What does a yoga class for athletes look like when it starts on a live stream?

The class opens the way many of McDonald's sessions do: feet about shoulder-width apart, palms together, eyes closed, a few breaths in and out through the nose. He mentions up front that the class is streamed live alongside a half marathon crew, which explains the mix of audience and athletes in the room. There is no rush. Before any pose, he asks students to set an intention, and he is loose about what that intention should be: "release some stress, heal, strengthen, whatever that means for you," he says, encouraging them to "add a deeper meaning to your breath and your movements."

The warm-up that follows is slow and unglamorous on purpose. Neck stretches side to side, circles of the arms, shoulder rolls forward and back, a clasped-hands reach overhead with the ribs gently drawn down. For a runner who spends most of a week in a forward-leaning position, this is where the upper body gets its first real attention. It is also where McDonald starts teaching a habit that shows up through the whole class: find the edge, then breathe into it rather than forcing past it.

Why does the wide-stance fold matter so much for hamstrings?

Around the five-minute mark, McDonald widens the stance and sinks side to side, stretching the inner thigh of the leg that is not bending. He then moves into a twist, lengthening the upper body before rotating, and returns to the side-bend position on the other leg. The pattern repeats: one hip, then the other, then a deeper variant where the rear arm reaches back and the torso rotates open.

The most useful instruction in this section comes during the side-to-side hip warm-up, roughly at the 8:37 mark. McDonald tells students to protect their knees and hips first, and to treat any support as a legitimate tool. Then he states the principle that organizes the whole class:

"The lower the hips are, the deeper the stretches."

Teddy McDonald, live-streamed hip-focus class, Yoga for Athletes: Hips and Hamstrings (2021).

That is a practical rule and a limit at the same time. A deeper hip sink can intensify the stretch quickly, so the lowering should be gradual and matched to what the joints tolerate. Later, in the wide-legged forward fold, he asks students to scoot the hips back and let the head drop. The reason is specific: the hips shifting back changes where the pull lands. McDonald says he wants "to get it more into the hamstrings a bit," and the adjustment is a clear example of how small changes in pelvic position redirect a stretch from the lower back toward the back of the thigh.

How do you tell whether a tight leg is a calf problem or a hamstring problem?

This is the most instructive section of the class. From a downward-facing dog, McDonald bends one knee and presses the opposite heel toward the floor. At first he simply asks students to drop into the stretch, which he describes as a "mass stretch," a broad, general sense of the back of the leg lengthening. Then he changes the question. He wants students to understand the difference "between isolating the lower part of the leg, calf and Achilles, and the upper part of the leg, the hamstring."

The method is a micro-bend. With the back leg lifted and the front leg on the floor, he asks students to bend the knee slightly and also bend at the ankle, letting the foot flex so the Achilles and lower calf take more of the stretch. Then he straightens the leg, allowing the hamstring to receive more of the work. Students are asked to notice which one they feel more and to adjust the bend to find that distinction in their own bodies.

For endurance athletes, the distinction matters. A calf that feels "tight" after a run may be responding to the Achilles or to the hamstring, and stretching the wrong one does not solve the problem. McDonald's approach gives students a way to test it themselves instead of guessing. It also reflects a broader theme of the class: the athlete's body is a set of distinct tissues, and yoga is a tool for learning to address them one at a time.

How does a teacher modify poses around an injury mid-class?

McDonald is open about his own shoulder. During the sun salutation section, around the 24:57 mark, he says, "my shoulder saga seems to be healing," adding that it is "still a little tender but all these modifications have been helping." His adjustments are concrete. Instead of full chaturanga, he lowers only halfway, which he calls a "baby chaturanga," and he repeats the push-up five times with a shallower range. He also notes that he is not trying to strain it, and he lowers to the knees and mat when the shoulder asks for it.

"Good news is it hasn't gotten any worse. It is getting better."

Teddy McDonald, during the sun salutation sequence of the live-streamed class (2021).

There is a lesson in that for students who are working through their own injuries. The class does not pretend the shoulder is fine, and it does not abandon the flow. It keeps the sequence intact and changes the depth of the work. For athletes who are used to pushing through discomfort, that is a meaningful shift. The modifications are not a concession. They are the practice.

The vinyasa section that follows is paced with breath counts and cues: fold on the exhale, extend the spine on the inhale, step or hop back, lower, and then flow through upward-facing dog or cobra into downward dog. The rhythm keeps the heart rate moderate and the transitions smooth, which is a useful model for anyone trying to bring a steady breath into a long run or ride.

What is the role of pigeon and the closing hip work?

Later in the session, around the 47:36 mark, McDonald moves the class into pigeon, a deep external-rotation and hip-opening pose that many athletes find both rewarding and uncomfortable. The pattern of the whole class holds: enter gradually, use support if needed, and reserve the deepest variations for the hips that are ready. Earlier in the session he also makes an offhand but telling observation about his own body: "if you're tight like me, most likely," he says, before explaining why a particular variation may feel different from one student to the next. That candor is part of why the class reads as a teaching environment rather than a performance.

The transcript available for this write-up covers the first part of the class in detail, and it captures a lot of conversational asides: skiing plans, a question from a student, and a stretch of discussion about how the studio handled the 2020 closures and mask rules. Those moments are real texture in a live class, but they are not the core of the teaching, and this breakdown stays with the poses.

Why does a class for athletes emphasize longevity?

The video description frames McDonald's work under the name Conscious Endurance, a community he describes as "like minded people who want to live and maintain an active, healthy 100+ years." That ambition is visible in the class itself. Nothing in the sequence is about peak performance or a dramatic posture. It is about joints that keep moving, hamstrings that release without tearing, shoulders that heal without being abandoned, and breath that stays steady through the whole practice. For an athlete thinking about the next twenty or thirty years rather than the next race, that is the right frame.

Where to go from here

If you are an endurance athlete looking for a way to work on hips and hamstrings, the most useful takeaways from this class are practical. Set a clear intention before you start. Use props and sink into hip openers gradually. When you feel tightness in the back of the leg, test whether it is the calf and Achilles or the hamstring by using the micro-bend. And when an old injury is still tender, modify the depth of each pose rather than dropping the whole sequence.

[2:53] little bit here

[2:54] so lower ribs kind of pull down slightly

[2:58] and if that brings the arms forward you

[3:00] just lean into that resistance

[3:03] and breathe

[3:10] good and then fold over to one side nice

[3:13] easy side stretch

[3:14] and breathe

[3:26] good and then flip it other side same

[5:00] feet wider

[5:01] so i'll turn to the side here but you

[5:04] can take your feet wider than the mat

[5:05] there elena

[5:07] and then i'm gonna bend over to the

[5:10] right

[5:10] side so kind of sink over to the right

[5:12] there stretching the inner thigh

[5:15] on the left and breathe and stretch

[5:29] good and then switch it same thing other

[5:37] side

[5:41] pulled out all my ski gear from last

[5:43] year

[5:44] looks like i'm going skiing tomorrow

[5:48] for a few days a little midweek ski trip

[5:51] i'm excited about go ahead now

[5:55] back over to the other side same thing

[6:05] excuse me

[6:08] good and then this time go ahead and

[6:10] lengthen the upper body turn and twist

[6:12] up so you take the right arm up good to

[6:14] keep the hip stretch if you can

[6:16] just a little spinal twist

[6:24] oh god and then take that arm wrap it

[6:26] around the back

[6:28] lengthen the upper body twist and turn

[6:30] up and breathe

[6:43] one more breath

[6:48] good release that all the way to the

[6:50] other side so bend

[6:52] the left leg sink down sink over

[6:56] breathing once you're in that hip

[7:00] stretch

[7:01] for a moment or two support the upper

[7:03] body lengthen the spine

[7:05] twist and turn

[7:14] dropping the arm back behind you

[7:16] lengthen the torso

[7:18] and twist up and breathe

[7:36] good one more breath twist

[7:41] and then just to go into the hips a

[7:43] little bit deeper you're going to go

[7:45] back to the first side here but you're

[7:46] going to come down onto your toes

[7:49] as you come down onto the toes kind of

[7:51] lean toward the

[7:52] front foot there a little deep stretch

[7:56] in the hamstrings

[8:04] and then switch back so other side

[8:07] same thing

[8:18] you can't get into this yoga studio

[8:20] unless you're wearing all black

[8:21] [Laughter]

[8:24] switch sides just notice that

[8:29] good and then back again other side now

[8:32] we're gonna go

[8:33] a little bit side to side here so just

[8:36] protect the knees

[8:37] obviously and hips at first you kind of

[8:40] move

[8:40] a little bit side to side warming up the

[8:42] hip joints

[8:44] and then if you feel

[8:47] a bit more comfortable then

[8:51] you can balance here right so you could

[8:54] balance

[8:55] and go back and forth side to side just

[8:57] make sure that's okay on your knees

[8:59] on your hips not to put any strain

[9:03] anywhere

[9:04] that's why the support is always welcome

[9:06] the lower the hips are the deeper the

[9:09] stretches

[9:10] back and forth side to side

[9:14] a few more times

[9:22] one more on each side

[9:25] all right and then straighten both legs

[9:27] and just hang forward

[9:29] stretch

[9:35] breathe

[9:38] and when you're here taking kind of a

[9:41] wide legged

[9:42] forward fold scoot the hips back

[9:45] if you can so if you scoot the hips back

[9:48] a little bit

[9:49] and drop the head down and breathe

[9:53] i just want to get it more into the

[9:54] hamstrings a bit so today

[9:57] hip focus and

[10:00] kind of posterior back side

[10:04] of the legs now go ahead and let's step

[10:07] to the front of the mat

[10:10] stepping to the front of the mat bend

[10:12] the knees slightly roll your way up

[10:14] abdomen really strong rolling all the

[10:16] way up

[10:17] take a nice big inhale lift the arms way

[10:20] up

[10:21] fold all the way down forward as you

[10:23] exhale

[10:24] extend that spine as you inhale look

[10:27] forward

[10:28] step back to plank top of a push-up hold

[10:32] it here breathe

[10:40] my shoulder saga

[10:44] seems to be healing seems to be getting

[10:46] better still

[10:47] a little tender but all these

[10:50] modifications have been helping

[10:52] let's do five times to chaturanga so

[10:54] lower halfway i'm gonna kind of do a

[10:56] little baby

[10:57] chaturanga and then back up lower just

[11:00] don't want to strain it

[11:02] push up five times to lower again

[11:05] push up and two more

[11:09] push up good news is it hasn't gotten

[11:12] any worse

[11:13] it is getting better good and then all

[11:16] the way to the mat

[11:17] so you can drop the knees and then all

[11:18] the way to the mat point the toes back

[11:20] let's take a nice gentle cobra pose

[11:22] just extend that spine forward and up

[11:25] and drop the chin

[11:26] back of the neck is long let's do a

[11:28] little neck stretch again turn the head

[11:30] to the left side

[11:31] next stretch

[11:38] good and back over to the right the same

[11:41] thing

[11:47] good and back to the center one more

[11:49] inhale

[11:50] lift up a little taller child's pose

[11:53] on the exhale

[11:58] [Applause]

[12:04] good downward facing dog from there come

[12:06] on up

[12:07] tuck the toes down dog take a moment

[12:10] bend the left leg push the right heel

[12:12] down

[12:12] stretch it

[12:16] [Applause]

[12:23] so first you're just dropping the heel

[12:25] and getting the big stretch

[12:27] kind of like the um less specific

[12:30] more sort of mass stretch and then

[12:34] switch sides

[12:35] same thing we're going to come back to

[12:37] this and i just want you to

[12:38] understand the difference between

[12:41] isolating like the lower part of the leg

[12:44] calf

[12:44] achilles and then the upper part of the

[12:48] leg the hamstring but first just going

[12:50] to drop into the stretch a bit

[12:56] [Applause]

[12:58] good straightening both legs from there

[13:01] come up on the toes walk softly to the

[13:03] hands

[13:04] and get there extend the spine as you

[13:06] inhale fold as you exhale

[13:10] all the way up nice big inhale

[13:14] hands to the heart exhale arms up

[13:18] inhale folding down

[13:21] forward exhale extend the spine as you

[13:24] inhale

[13:26] step back or hop back vinyasa lower down

[13:32] upward facing dog or cobra and then

[13:35] downward facing dog

[13:37] pause there breathe fingers spread palms

[13:40] flat lift the tailbone

[13:43] breath smooth

[13:51] [Applause]

[13:53] good up on the toes again walk or hop

[13:58] lengthen the spine as you inhale fold as

[14:01] you exhale

[14:03] all the way up nice big inhale

[14:06] hands to the heart exhale we'll do two

[14:09] more

[14:10] arms up inhale fold down exhale

[14:14] one more halfway up inhale step or hop

[14:18] back

[14:19] exhale vinyasa easy

[14:23] or more challenging if you want feel it

[14:26] out for your own

[14:27] practice there right from here take the

[14:30] right leg up behind you

[14:33] and this time drop the left heel down

[14:35] keep the hips square for the moment

[14:38] but bend your left leg a little bit so

[14:41] as you just kind of a little micro bend

[14:43] in that left leg the one that's on the

[14:44] floor

[14:46] i want you to see if you can lift the

[14:47] right leg a little bit more

[14:49] and stretch the calf so you're bending

[14:52] at the ankle

[14:53] to get that micro bend in the knee you

[14:55] bend your knee obviously but then you're

[14:57] also going to bend the ankle a little

[14:58] bit

[14:59] and maybe you'll feel a little stretch

[15:01] in the achilles a little stretch in the

[15:03] lower calf

[15:04] lift the right leg a little bit more

[15:07] [Applause]

[15:08] maybe start to straighten the leg with

[15:11] the heel

[15:12] down and maybe get a little bit more

[15:15] hamstrings

[15:16] extend the shoulders and then shoulders

[15:19] over the wrists knee to the nose abdomen

[15:21] strong

[15:22] hold it two three and then lift it

[15:26] back and up and then forward knee to

[15:28] your left side

[15:30] across the body hold it one two

[15:34] three and then lift it good and then

[15:37] forward up to your right side

[15:39] hold it one two

[15:42] three and lift it and all the way

[15:45] forward to the hands

[15:47] pause here stay here and then as you're

[15:50] ready straighten the front leg flex the

[15:52] foot

[15:52] and then exhale bend the knee so we do

[15:55] this saturday

[15:56] straighten the leg we're going to do 17

[15:58] times bend the knee

[16:00] five like this straighten and bend

[16:04] two more straighten bend

[16:08] straighten and bend and then we do

[16:11] external rotation so external rotation

[16:13] you go to the outside of the heel

[16:15] as you straighten the leg and then bend

[16:16] the knee so it's the same kind of

[16:18] movement but

[16:19] you just feel it external rotation on

[16:21] the outside of the heel a bit more

[16:23] bend the knee three more like that

[16:26] external rotation

[16:27] bend the knee external rotation

[16:31] bend the knee one more external rotation

[16:34] bend the knee now internal rotation so

[16:37] you go inside of the heel you got to

[16:38] move your hips to the right a little bit

[16:40] and then you feel it more inside of the

[16:42] hamstring

[16:43] four more like that internal rotation

[16:46] bend the knee there's the tighter area

[16:48] for me internal rotation

[16:50] but it does open up the hamstrings a bit

[16:53] more

[16:54] internal rotation internal rotation

[16:58] good and then two more just right down

[17:00] the center

[17:01] hopefully noticing a bit difference

[17:04] there we go good and then warrior one

[17:07] turn the back foot

[17:08] just one big inhale warrior one

[17:12] reach up and then hands down to the

[17:14] floor take the leg back

[17:16] vinyasa your choice on how deep you want

[17:19] to go so you can go

[17:20] to chaturanga and take a more vigorous

[17:25] one or all the way to the map so then

[17:27] from here left leg up behind you

[17:30] first you keep that right leg straight

[17:31] as you sink the heel down and then

[17:34] bend the knee just slightly just that

[17:36] little micro bend

[17:38] see if you can find a deeper stretch in

[17:40] the calf and the achilles

[17:42] lift the tailbone a little bit lift the

[17:43] left leg up a little bit extend the

[17:45] shoulders

[17:47] optimize the stretch on the back of that

[17:50] right leg

[17:52] keep breathing in and out of your nose

[17:55] if you can

[18:02] good one more inhale

[18:05] and then shoulders over the wrists knee

[18:06] to the nose abdomen strong

[18:08] hold it two three and then lift it

[18:13] forward knee to your right side twist

[18:16] and squeeze

[18:17] two three and lift it

[18:21] and over to your left side hold it

[18:25] two three lift it

[18:28] all the way forward stay there

[18:32] and then 17 times straighten the front

[18:34] leg flex the foot

[18:36] and bend the knee and drop the hips keep

[18:38] that going inhale

[18:41] exhale inhale

[18:45] exhale it's three

[18:48] inhale exhale one more like that inhale

[18:53] exhale and then external rotation as you

[18:55] straighten the leg

[18:56] externally rotate the leg bend the knee

[19:00] externally rotate the leg ah

[19:03] bend the knee externally rotate the leg

[19:08] bend the knee two more like that

[19:13] one more good then

[19:17] internal rotation internally rotate the

[19:20] leg

[19:21] and bend the knee internally rotate the

[19:24] leg

[19:24] up bend the knee internal rotation

[19:29] bend the knee one more

[19:33] good now two more times down the middle

[19:36] straighten

[19:37] and bend and straighten good and bend

[19:41] and then warrior one turn the back foot

[19:44] and then one inhale lift up

[19:47] hands down take the leg back

[19:51] vinyasa lower

[19:54] upward facing dog and downward facing

[19:57] dog

[20:00] hold it here breathe just

[20:03] hopefully a little bit now feel it in

[20:05] the back of your legs so

[20:07] legs slightly bend extend the shoulders

[20:09] lift the tailbone

[20:11] and then gently start working the back

[20:13] of the leg straight so downward facing

[20:14] dog can become

[20:16] a bigger hamstring stretch if you want

[20:19] it to be

[20:21] keep breathing

[20:22] [Applause]

[20:28] good and then up on the toes when you're

[20:30] ready walk or hop forward

[20:33] extend that spine as you inhale fold as

[20:36] you exhale

[20:38] chair pose bend the knees reach the arms

[20:40] inhale

[20:41] let's hold 30 seconds

[20:45] and we'll add a twist why not palms

[20:46] together left elbow outside

[20:49] the right knee lengthen the upper body

[20:51] twist the spine lengthen the torso

[20:54] oh we did some of this on saturday too

[20:56] we're not gonna go

[20:58] too deep today but lengthen and turn and

[21:01] breathe

[21:07] good now back to chair inhale switch

[21:10] sides

[21:13] lengthen and twist and breathe

[21:26] good one more breath

[21:33] and then back to chair inhale

[21:36] stand hands together at the heart exhale

[21:38] i'm just curious how long that takes

[21:41] 45 seconds longer than 30.

[21:45] longer than 30 seconds that's good i

[21:47] don't mind that

[21:48] all right now we'll link it together so

[21:49] we'll do sun salutation b you can turn

[21:52] that off unless you want that on up to

[21:53] you

[21:54] yeah chair pose inhale

[21:58] fall down as you exhale extend the spine

[22:02] as you inhale

[22:03] step back or hop back as you exhale

[22:06] vinyasa

[22:08] upward facing dog or cobra down dog

[22:11] right side

[22:12] first take the leg up bring it forward

[22:16] warrior one reach up inhale

[22:20] hands down leg back

[22:23] then yeah so

[22:28] left side take the leg up and bring it

[22:30] forward

[22:32] warrior one reach up inhale

[22:36] hands down take the leg back

[22:39] good lower lip and down

[22:44] hold a few breaths but again make your

[22:47] down dog

[22:48] a little bit more active lifting the

[22:50] tailbone extending the shoulders

[22:51] breathing deeply

[22:58] [Applause]

[23:06] good up on the toes again walker hop

[23:08] forward

[23:10] extending that spine as you inhale

[23:12] folding as you exhale

[23:14] chair pose bend the knees reach the arms

[23:16] inhale

[23:18] stand hands together at the heart exhale

[23:20] let's do a few more rounds like that

[23:23] for our warm up today chair pose inhale

[23:27] fold exhale extend the spine

[23:31] inhale step or hop back as you exhale

[23:34] vinyasa lower

[23:40] right side take the leg up bring it

[23:42] forward

[23:43] warrior one inhale

[23:47] hands down leg back then yes up

[23:51] lower

[23:55] back left side take it up bring it

[23:58] forward

[23:59] more air one reach

[24:03] hands down leg back

[24:06] vinyasa

[24:10] [Applause]

[24:12] downward facing dog hold and breathe

[24:21] [Applause]

[24:27] and one more breath

[24:33] okay up on the toes again walk or hop

[24:36] forward

[24:38] extend that spine as you inhale fold as

[24:40] you exhale

[24:42] chair pulls bend the knees reach the

[24:44] arms

[24:45] and then stand hands together at the

[24:47] heart exhale

[24:49] big full breath two more rounds

[24:53] back to chair when you're ready inhale

[24:57] fold as you exhale halfway up as you

[25:00] inhale

[25:01] step back or jump back as you exhale

[25:04] vinyasa lower you're going through cobra

[25:07] or

[25:07] upward facing dog and then down dog

[25:10] right leg

[25:11] first take it up bring it forward deep

[25:14] bend in that front leg reach up warrior

[25:16] one

[25:18] hands down leg back abdomen strong

[25:22] lower upper facing dog

[25:27] down dog left side take it up

[25:30] bring it forward more in one reach

[25:35] hands down leg back lower

[25:42] up and back good downward facing dog

[25:46] hold and breathe

[26:06] good and then up on the toes again one

[26:10] more

[26:10] time walk or hop forward lengthen as you

[26:14] inhale

[26:15] fold as you exhale chair pose

[26:18] inhale stand hands to the heart

[26:22] exhale big full breath

[26:29] good back to chair inhale fold down as

[26:32] you exhale

[26:34] extend that spine as you inhale step

[26:37] back or

[26:37] jump back as you exhale and vineyard so

[26:40] lower

[26:43] up and back right side

[26:46] take the leg up bring it forward

[26:49] warrior one reach

[26:52] hands down leg back

[26:56] vinyasa

[26:59] good last time through this here left

[27:02] side take it up

[27:04] bring it forward morning one

[27:10] hands down leg back lower

[27:14] up and back downward facing dog very

[27:18] nice

[27:19] hold and breathe just one a couple extra

[27:22] breaths here by

[27:23] extending the shoulders lifting the

[27:25] tailbone

[27:26] pressing the thighs back heels down so

[27:29] optimizing the stretch in the back

[27:31] finding opposing action in the back of

[27:34] the legs there if you can

[27:37] stretching out those hamstrings and

[27:40] calves

[27:43] good and then up on the toes when you're

[27:44] ready walk softly to the hands

[27:47] take the feet apart about shoulder

[27:50] distance extend the spine as you inhale

[27:53] fold as you exhale good so we're gonna

[27:56] go down to malasana squat from here

[28:01] crack crack crack so uh if you have to

[28:05] have your

[28:06] yeah be up on the toes that's totally

[28:08] fine if you have to have the feet

[28:09] pointed out that's also fine

[28:11] eventually if you can and your body

[28:13] allows the feet are kind of

[28:16] somewhat straight ish and before so now

[28:19] a little bit more into the hips for a

[28:21] moment but also

[28:22] ankle flexion so i want you to kind of

[28:24] rock a little bit back and forth so

[28:26] whether you're on your toes or not i

[28:28] want you to see if you can feel

[28:30] a little bit more of a stretch we're

[28:31] going to do with our rock is kind of

[28:33] rock a little bit side to side

[28:34] so rock to the left leg and rock toward

[28:37] the right and

[28:38] the idea is to give a little bit of a

[28:41] press into the ankle maybe get that

[28:46] ankle flexion a little deeper taft

[28:49] stretching flexibility there

[28:52] breathing deep

[29:11] good

[29:12] good so now just back to the center sit

[29:15] into the hips interlace all the fingers

[29:17] except the index fingers

[29:18] reach the arms forward and then raise

[29:20] the arms up stretch

[29:23] so upper back and shoulders here at the

[29:24] same time we're doing hips

[29:26] a few breaths

[29:32] good one more inhale and then fold

[29:36] clasp the hands back interlace the

[29:38] fingertips

[29:39] stretch the shoulders breathe

[29:46] small chance i might have been going too

[29:49] deep in my shoulders

[29:52] during i mean that one shoulder the

[29:53] right shoulder release the arms now come

[29:56] on back

[29:57] into your squat same thing

[30:01] and then again just a couple times say

[30:03] about three times kind of lean into one

[30:05] side and then

[30:06] lean into the other side and then lean

[30:08] in

[30:09] and lean in and lean in

[30:12] good and one more lean good

[30:15] and then interlace and then reach up

[30:19] i had a young young buck

[30:23] in here the other day and we were

[30:25] working on um some pistol squats

[30:28] actually so because he had trouble on

[30:29] one side

[30:30] one more inhale left and then fold

[30:35] clasp the hands back behind you

[30:36] interlace the fingertips

[30:38] he thought it was ankle flexion

[30:42] and if it was ankle flexion there's sort

[30:44] of three main

[30:46] possibilities that maybe it's tighter

[30:48] achilles low calf

[30:49] calf that would be two

[30:53] achilles or calf but then also it could

[30:55] be the bones of the ankles that are just

[30:57] stopping him from

[30:58] going forward he thought on one side go

[31:01] ahead now release the arms come down one

[31:03] more time we can do the same thing one

[31:04] more time

[31:06] but as we as we looked into it a little

[31:08] bit more deeply

[31:09] it was really coming from his hips

[31:11] probably glute

[31:13] right so he he could go down pretty well

[31:15] on one leg

[31:17] we'll try it today as a fun little bonus

[31:20] so

[31:20] up one side so again three times go one

[31:23] side

[31:24] other side other side

[31:27] other side other side and

[31:30] other side good interlace all the

[31:32] fingers reach the arms up

[31:42] good one more whoa nice big inhale

[31:45] and then fold clasp the hands back

[31:48] interlace

[31:49] stretch

[31:59] very good release the arms let's roll

[32:01] all the way back up abdomen

[32:03] strong slowly slowly slowly rolling up

[32:05] so that's a lot of forward bending

[32:08] so just to kind of release the spine a

[32:10] little bit stand up tall

[32:11] take the arms up nice big inhale

[32:14] hands together at the heart exhale and

[32:17] let's just do a little bit of

[32:19] kind of resetting so a little twist here

[32:21] side to side

[32:22] knees bent slightly notice excuse me

[32:25] notice your spine

[32:27] make sure that you're not

[32:30] hurting yourself

[32:41] all right good a couple more two

[32:46] three and four good now step to the

[32:48] front

[32:49] palms together take a nice deep inhale

[32:52] lift the arms up

[32:54] folding down forward as you exhale take

[32:57] a vinyasa halfway up

[32:59] inhale step back as you exhale

[33:02] vinyasa your choice and how and what

[33:05] version you want to do

[33:07] gentle in the spine and then downward

[33:11] facing dog pose right leg up right away

[33:14] take it up bring it forward turn the

[33:16] back foot flat down come up to warrior

[33:18] one

[33:19] and then push the leg straight hands to

[33:22] the waist

[33:22] step the back foot closer so this is um

[33:26] we go kind of four different uh stages

[33:29] of this pose so the first stage

[33:33] you have to just choose an arm variation

[33:36] it's either hands to the hips

[33:38] mid middle one is arms back behind you

[33:41] grabbing the elbows

[33:42] and then the third one is palms together

[33:45] behind you

[33:46] reverse namaste which for those of you

[33:49] that are looking through a lens

[33:51] that's what that looks like so from here

[33:53] we're going to go halfway down first

[33:55] still lifting up nice and tall

[33:58] and then forward and come halfway down

[34:00] and breathe

[34:02] and breathe so halfway means halfway not

[34:06] necessarily halfway geologically

[34:08] geographically

[34:09] no what's the word geometrically

[34:11] speaking

[34:14] but uh just halfway based on the

[34:16] sensation so halfway maybe up higher

[34:19] it's really for the hamstrings here and

[34:22] then after a couple breaths you can go

[34:23] lower so you can go 60

[34:26] 70 80. i wouldn't don't go to your max

[34:30] yet we're gonna get there but let the

[34:31] leg

[34:32] kind of soften here and breathe lengthen

[34:35] that torso

[34:36] a bit more

[34:50] good so now you're just going to release

[34:52] the arms wherever your arms are

[34:54] bring them to the floor or to your

[34:55] blocks pause

[34:57] all right and then what we're going to

[35:00] do is

[35:01] bend the knee and i want you to extend

[35:03] the torso so that your lower ribs

[35:06] touch the thigh first then

[35:09] i want you to wrap your leg so grab the

[35:12] elbows or triceps here

[35:14] really wrap the leg with the leg bent

[35:16] front leg is bent

[35:18] so upper body connects to the thigh then

[35:20] start to straighten the leg

[35:21] without releasing your upper body from

[35:24] the thigh

[35:25] so if you're tight like me most likely

[35:27] the leg is not going to straighten

[35:28] that's fine you just want to isolate

[35:30] the hamstring stretch here breathe you

[35:33] could drop your head if you wanted

[35:34] but most importantly find that big deep

[35:37] hamstring stretch and hold it

[35:39] breathe

[35:42] [Applause]

[35:43] using the breath to help you go a little

[35:45] deeper in the stretch

[35:50] [Applause]

[35:56] good now release the wrap and the arms

[35:58] you can pause for a moment so you can

[36:01] bend the leg but now we're going to

[36:02] straighten the legs your upper body will

[36:04] come off

[36:05] the thigh straighten the leg if you're

[36:07] more flexible i want you to drop the

[36:09] upper body as low as you can

[36:11] and maybe even bring the hands back here

[36:13] and drop your head to the knee

[36:15] and breathe

[36:26] [Applause]

[36:34] good one more breath

[36:40] all right and then release that stretch

[36:43] take the leg back

[36:45] vinyasa that leg should be nine inches

[36:48] longer than the other leg right now

[36:51] lift up gently that was a forward bend

[36:53] so you want to be easy on your back

[36:56] when you go into this backbend you want

[36:57] to be gentle and not

[36:59] force a big backbend after a big forward

[37:02] bend

[37:02] and take a moment just feel it out so

[37:04] bend the left leg push the right heel

[37:06] down

[37:06] feel it should be a lot of space in

[37:09] there now

[37:10] relative to where we started and then

[37:13] left side

[37:14] take the leg up and bring it forward

[37:17] turn the back foot come to warrior one

[37:20] push the leg straight hands to the waist

[37:23] step the back foot closer angle it

[37:25] forward

[37:26] three options with the arms hands to the

[37:29] waist

[37:30] grab the elbows or reverse namaste

[37:33] from there

[37:37] breathe lift up take a big inhale

[37:41] fold down as you exhale

[37:46] breathe

[37:49] halfway sorry halfway first

[37:54] you're halfway whatever that is

[38:02] good and then maybe a little bit lower

[38:22] good and you're 75

[38:25] 80 percent here in this stretch a few

[38:28] more breaths

[38:41] good release the arm variation from

[38:44] there

[38:45] you can just pause you can take a little

[38:48] break

[38:48] then bend the knee extend your torso

[38:51] so that the lower ribs get onto that leg

[38:55] and then lower down wrap the

[38:58] leg with the arms and then work that leg

[39:01] straight and breathe

[39:18] [Applause]

[39:27] so

[39:36] good one more nice big breath give it a

[39:39] big stretch

[39:43] and then release the arms you can kind

[39:45] of pause for a moment and i want you to

[39:46] straighten that leg as much as possible

[39:49] lengthen the torso drop down and breathe

[39:56] [Applause]

[40:15] one more breath

[40:19] [Applause]

[40:22] very good all right let it go

[40:25] step the leg back vinyasa

[40:31] gentle back bend again

[40:35] and then downward facing dog

[40:39] i keep looking at that clock thinking

[40:41] it's not almost nine o'clock

[40:43] downward facing dog pause take a moment

[40:45] here bend the right leg push the left

[40:48] heel down

[40:48] big stretch

[41:04] good and then up on the toes again walk

[41:06] forward to the hands you can walk about

[41:08] halfway forward

[41:09] extend the spine as you inhale fold as

[41:12] you exhale

[41:14] uh chair pose inhale

[41:17] stand so here's our little added bonus

[41:20] kind of pistol squat situation but first

[41:22] um really just for fun for the moment

[41:25] and then we're gonna go into some hips

[41:26] to

[41:27] to wind down but first what i want you

[41:29] to do is have your feet shoulder

[41:30] distance

[41:32] to start and then i want you to squat

[41:33] down when i when you squat down i don't

[41:35] want you to lean the knees forward i

[41:36] want you to move the hips back

[41:38] so take the arms forward start to move

[41:40] the hips back this way

[41:42] how low can you go until the point where

[41:44] you feel like you're either going to

[41:46] fall back

[41:47] or you can go all the way to the floor

[41:49] so that's

[41:51] the idea good all right come on back up

[41:55] and now we just do the same exact thing

[41:57] with on one leg

[41:59] so totally not a big deal i don't know

[42:02] why everybody makes a big deal of this

[42:04] go ahead now grab your right foot and

[42:07] then stand

[42:08] with that leg all right first standing

[42:11] here

[42:12] then straightening from here just like

[42:15] you just did

[42:16] lower down back back

[42:20] back and then rest

[42:23] pause crash as long as you smile when

[42:27] you crash

[42:28] and then the tricky part standing back

[42:31] up

[42:34] exactly all right same thing other side

[42:38] go ahead and take the arms up and just

[42:40] the most important thing is

[42:41] you put in a little effort see where you

[42:43] are

[42:45] laugh a little bit and then it makes

[42:48] life

[42:49] worth living one of the things

[42:53] one of the infinite things go ahead now

[42:56] come on down and this is always good to

[42:58] go

[42:58] to the other side to see yeah yeah yeah

[43:02] see what worked and what didn't work

[43:05] good and now coming back up

[43:06] [Music]

[43:09] almost and then release

[43:12] not as pretty as the first side

[43:15] shake out the legs let's go into some

[43:18] some final hip moves arms up inhale

[43:21] fold down exhale extend the spine as you

[43:25] inhale

[43:26] step or hop back as you exhale vinyasa

[43:29] lower down

[43:32] upward facing dog downward facing dog

[43:35] so i do want to do a little frog pose so

[43:38] just so that so let's go ahead you guys

[43:40] can turn to the side if you want i'm

[43:42] going to

[43:43] actually turn my mat but you don't have

[43:44] to just for

[43:46] camera purposes you're going to drop the

[43:49] knees down take the knees wide right

[43:51] yeah you guys can do that

[43:52] and we'll go about two minutes here in

[43:54] frog

[43:55] so knees wide you want to get the knees

[43:59] as wide as you can

[44:04] good and now push the hips back

[44:07] and breathe

[44:12] [Applause]

[44:15] so weird we went to brunch this weekend

[44:18] with steve my friend stephen um

[44:22] we actually ate indoors and it was like

[44:25] weird i mean

[44:26] you know you walk in with a man or

[44:28] whatever

[44:29] but then you're sort of indoors and

[44:30] you're eating and it just feels kind of

[44:32] normal

[44:32] so it's like weirdly normal you know

[44:35] like i'm chasing my kids around because

[44:37] they're not they don't want to sit down

[44:38] and

[44:40] that was normal

[44:45] liam is out of control he literally will

[44:47] there's no chance that guy's sitting

[44:49] down

[44:50] no way

[44:55] that's a good it's a good question

[44:58] actually

[44:59] yeah it's funny madison was on

[45:02] easily i think we counted something like

[45:04] 18 flights

[45:06] before she was a year old liam has never

[45:09] been on a flight and

[45:10] he's a year and a half

[45:23] yeah they fly for free before they're

[45:25] two so we missed that hole

[45:27] he's like damn

[45:31] right exactly exactly that's right

[45:43] sadly though we still don't we don't

[45:45] think we're going to be able to go to

[45:47] lauren's sister's wedding sadly

[45:50] such a bummer she's she's she lives in

[45:52] canada my my wife's from montreal and

[45:55] her sister's getting married and

[45:56] they were supposed to get married in

[45:57] october and then they moved into may and

[46:00] so they're still sort of and canada has

[46:02] really locked down they're one of the

[46:04] worst

[46:05] one of the strictest lockdowns in the

[46:06] world

[46:08] and you have to go there you have to

[46:10] test before test at the airport

[46:12] stay in a government quarantine

[46:14] situation

[46:15] hotel with their food for three days and

[46:19] then you have to quarantine for 14 more

[46:20] days

[46:21] and so i don't know just

[46:25] she's lauren's like there's no chance

[46:27] we're going to be able to do this with

[46:28] two little kids

[46:29] you can't like you can't like in a hotel

[46:33] room for three days

[46:34] and my friends i have a couple chinese

[46:36] friends and they

[46:37] uh they have to do 14 days in beijing

[46:41] like if you fly to beijing

[46:42] you have to test you'll do 14 days in

[46:44] beijing then you have to then if you're

[46:46] traveling on

[46:47] you have to do another 14 days and then

[46:50] he said possibly if you go to another

[46:52] place you have to do another 14 days so

[46:54] some places you have to do 14 days 10 to

[46:56] 14 days times

[46:57] 3 of quarantine and they give you a full

[47:01] bracelet and check on you

[47:02] and that's crazy

[47:06] yeah exactly right yeah exactly

[47:11] last couple breaths here you guys push

[47:12] back a little bit more

[47:22] very good and then forward out of there

[47:36] and then we'll move back to a pigeon

[47:39] pigeon pose so child's pose for a moment

[47:42] and then we'll go to

[47:44] the pigeon so you can step your

[47:49] right leg forward for pigeon pose

[47:53] let's do this

[47:58] that probably is good

[48:05] so we'll do pigeon for about a minute

[48:07] minute and a half or so

[48:33] good smooth even breaths in and out of

[48:35] your nose

[48:39] i will say though that was the first

[48:41] time i was tested so for those of you

[48:43] that didn't hear i tested

[48:44] for covid on saturday so i went

[48:48] on thursday because i'm going on this

[48:50] ski trip

[48:52] and there's four guys coming from

[48:53] different homes

[48:55] so we all said all right let's just test

[48:57] make sure if you're negative

[48:58] i mean if you're positive you can't go

[49:00] so everybody's negative

[49:02] so we go uh me so we're going tomorrow

[49:05] but

[49:06] um the first test the

[49:09] the vial was cracked

[49:12] so i was like you know what the vials

[49:14] cracked it you know and they're like oh

[49:16] it should be fine just put it in and of

[49:18] course they needed a new sample

[49:20] that was my result need new sample so

[49:23] then i went back again on saturday

[49:26] and then tested negative but it's funny

[49:29] because

[49:31] you know the first time in a year that i

[49:33] had been tested

[49:36] smart i wouldn't say lucky i'd be smart

[49:39] smart

[49:41] i prefer to call it smart but

[49:44] no but i mean listen the truth is i've

[49:47] gone to grocery stores you know what i

[49:48] mean

[49:49] i've gone to pick up take out food i've

[49:51] you know i mean i've

[49:52] i've been here and there hasn't been

[49:54] anybody here basically one or two but

[49:56] you know it's you know it's it's i do

[49:59] feel lucky actually and

[50:01] and uh um you know but but did what i

[50:04] was

[50:05] supposed to do for the most part you

[50:07] know but we went and we went to zion

[50:09] right so we

[50:10] we like traveled a little bit in vegas

[50:12] we went to zion and vegas

[50:14] running around naked in casinos i mean

[50:16] no masks

[50:18] you know just kidding

[50:22] switch legs but yeah no we did we did

[50:26] pretty

[50:26] well as a family for the last year so

[50:29] now we just keep

[50:30] keep it up that's all be smart out there

[50:33] everybody

[50:39] other leg a few a minute and a half it

[50:43] was about two minutes so

[50:45] but it did feel good my point of the

[50:47] whole story really is that it just felt

[50:48] good knowing

[50:49] that you're negative because there's

[50:50] always that like what if it comes back

[50:52] positive you know what i mean

[50:54] right exactly and you're asymptomatic

[50:56] yeah exactly right

[51:00] mm-hmm then what do you do then then i

[51:02] have to like shut down all operations

[51:05] quarantine myself lauren was like what

[51:06] are you gonna do if it's positive i'm

[51:07] like well

[51:09] i guess i can't be around people but

[51:11] obviously if i'm positive that means

[51:13] the four of us are positive like the

[51:15] whole family's probably positive right

[51:17] so

[51:17] like you know yeah exactly we just we

[51:20] don't do anything differently there i

[51:23] guess

[51:23] but because i guess there's no knowing

[51:28] right like

[51:28] when did you become positive right if

[51:31] you're asymptomatic

[51:32] yeah you know yeah yeah

[51:39] there's a little bit freeing going hey

[51:41] so for that i knew somebody else was

[51:43] negative

[51:43] like i can give you a hug you're

[51:45] negative i'm negative yeah

[51:47] human interaction again you know

[52:08] good last couple breaths on this side

[52:27] and then come on up from there

[52:30] bring both legs forward shake them out

[52:34] we'll do a seated forward bend and then

[52:36] twist and shavasana so shake the legs

[52:38] flex the feet back reach the arms up

[52:43] [Applause]

[52:45] fold

[53:06] good and then from here roll back if you

[53:11] want so if your neck is okay your back

[53:12] is okay

[53:13] then you can go into plow and shoulder

[53:15] stand

[53:16] and if you want you don't have to

[53:20] it's optional

[53:23] if you do take the legs back and up

[53:26] and then support the back take those

[53:29] legs

[53:29] vertical a few breaths

[53:52] and then legs wide flex the feet a few

[53:55] breaths

[54:13] bend the knees soles of the feet

[54:23] together

[54:26] legs up and then legs down over the head

[54:29] slowly

[54:30] come on down

[54:34] take a final twist to pull the right

[54:35] knee in give it a good squeeze

[54:38] roll to the left side and twist

[54:50] good and then switch sides

[54:54] same thing other side

[55:17] good and then back to shavasana

[55:20] final rest go ahead and set yourself up

[55:24] close the eyes

[55:27] feet flop open arms

[55:30] pop up take a nice deep breath

[55:53] totally relax

[57:25] um

[58:14] okay you can start to shift gears a

[58:17] little bit from there

[58:19] just take a deep breath start to notice

[58:23] the hands and the feet again

[58:25] fingers and toes

[58:38] bring the left hand to the heart center

[58:39] right hand of the belly

[58:41] pause for a moment

[58:54] bend the knees soles of the feet uh bend

[58:56] the knees and roll to the right side

[58:59] and then

[59:05] good and then make your way up to a seat

[59:08] comfortable seat sitting up nice and

[59:10] tall

[59:12] palms up eyes closed a couple breaths

[59:18] just reconnecting mind

[59:19] body breath spirit energy all together

[59:23] as one whole

[59:25] being here

[59:37] and then bring the palms together at the

[59:38] heart take a moment of gratitude

[59:41] gratitude for every breath

[59:49] namaste

[59:57] thank you both for showing up thank you

[1:00:00] guys for showing up those of you

Teddy McDonald's method in this class is a micro-bend: with the back leg lifted and the front leg on the floor, bend the knee slightly and also flex at the ankle to emphasize the Achilles and lower calf. Then straighten the leg to shift more of the stretch into the hamstring. Notice which version you feel more and adjust the bend to find the difference.
In this class, McDonald asks students to scoot the hips back and drop the head so the stretch moves more into the hamstrings. Small changes in pelvic position change where the pull lands, which can shift tension away from the lower back.
McDonald lowers only halfway in chaturanga, calling it a 'baby chaturanga,' and reduces the range of his push-ups. He also drops to the knees and mat when needed and keeps the rest of the flow intact. The aim is to avoid straining the shoulder while still moving through the sequence.
The class is designed for endurance athletes and focuses on hips, hamstrings, and calves, which are common areas of tightness after long runs or rides. Its emphasis on breath, gradual depth, and tissue-by-tissue awareness suits athletes who want mobility work that supports training rather than competing with it.
According to the video description, Conscious Endurance is a community of like-minded people who want to live and maintain an active, healthy 100-plus years. The yoga class reflects that longevity goal through patient, joint-friendly sequencing rather than peak-performance poses.
The recorded session runs about 95 minutes, as listed in the video metadata. It is a live-streamed class, so it includes conversation, asides, and pauses alongside the poses.
