[0:00] Hello, everyone.
[0:01] Welcome to Yoga with Adriene!
[0:03] I'm Adriene,
this is my sweet assistant Benji.
[0:06] And today we have Yoga for Rounded
Shoulders.
[0:11] What rounded shoulders?
[0:12] Me? No, never!
[0:13] Let's begin. Come into a comfortable seat.
[0:16] Thank you for selecting this video
and for taking a little time for yourself.
[0:21] This is a very gentle but
effective video, one that you can return
[0:26] to, with consistent practice
to help you counter
[0:31] all of the activity we do in our daily
lives that, of course,
[0:36] rounds our shoulders forward.
[0:38] Let's begin by tuning in.
[0:41] So come into a comfortable
seat of your choice.
[0:45] As you're ready, you begin to lengthen up
through the spine.
[0:50] And because of our
[0:52] theme of today's session,
right away, I'm going to invite us all
[0:57] to bring our
[0:58] awareness to the shoulders, to the chest
and the upper back body.
[1:02] You can close down the eyes
or soften the gaze if that helps.
[1:08] Kind of just sensing
[1:09] what it feels like
in this area of the body today.
[1:13] And if you're like, it's not great.
[1:15] Well,
you know what? You're in the right place.
[1:18] And if you're here for preventative
care, beautiful.
[1:22] So let's just take a moment
[1:24] to bring our focus inward
[1:28] and bring our awareness to
[1:31] the shoulders, the chest,
[1:35] the upper back body, the neck.
[1:39] And then from this awareness
[1:41] and this just kind of like
drawing of the senses
[1:46] inward to this practice,
letting the external stimuli
[1:50] just kind of soften
and maybe be put on hold for now.
[1:58] Let's start to deepen the breath.
[2:03] So we have this drawing inward.
[2:07] We have the sensing
[2:10] of this area of the body
we're going to focus on.
[2:13] And now we're beginning to
just gently notice and deepen the breath.
[2:19] You don't have to do any particular
technique or breathe a certain way.
[2:24] Just allow yourself to be
[2:26] in a more conscious relationship
with however your breathing.
[2:29] Maybe you deepen the breath.
[2:31] Maybe you extend your inhales
and your exhales.
[2:36] But it's enough
to just pay attention to the breath
[2:39] and allow
whatever wants to happen, to happen.
[2:47] And then right away, let's
[2:49] imagine there's a pencil, if you will,
[2:53] in between our two shoulder blades.
[2:56] And best you can. It may be a big move.
[2:58] It may just be more of a subtle move
or an energetic shift.
[3:03] Imagine holding that pencil
[3:05] between your two shoulder blades,
so you're essentially drawing
[3:09] the scapula
together in towards the center.
[3:11] And you can exaggerate this
if it feels really good in your body.
[3:14] Or again, you can keep it small.
[3:19] And if that image is not working for you,
[3:22] see what it feels like to open up
[3:25] through the chest
and lift up through your armpit chest.
[3:32] Now let's all be here for a moment.
[3:35] Take a few breaths.
[3:40] And if you
[3:41] haven't been seated on the floor or
this is kind of hurting your back already,
[3:46] I invite you invite everyone
to bring your navel in and up just a bit.
[3:50] We're creating this ever so subtle
core connection to just kind of turn
[3:54] on those muscles and support the spine.
[4:01] So we kind of have
[4:01] a few few things going on here,
even though it doesn't look like much.
[4:07] Continue to
[4:10] allow your breath to unfold here.
[4:13] And as you're ready,
we'll bring your right fingertips
[4:16] to your right shoulder and your left
fingertips to your left shoulder, like so.
[4:20] Peek at me if you need to.
[4:22] And then moving with the breath.
[4:24] We're just going to begin
some circles here
[4:25] with the elbows,
sending them forward up around and back.
[4:30] And you can move at your own pace here
[4:34] I have a teacher
[4:37] that likes to say move
at the speed of sensation,
[4:41] and I have adopted that for a while now
and really love it.
[4:44] I think it is,
[4:47] quite applicable
[4:48] here for this shoulder practice.
[4:51] So moving at the speed of sensation here
really feeling
[4:55] what it is that's happening
and going on in your body today.
[5:04] Forward up, around and back.
[5:07] Do one more forward
up, around and back in.
[5:09] The next time the elbows are back,
pause there again.
[5:13] We're activating the upper back body.
[5:14] We're opening up through the chest.
[5:16] The ribs.
[5:17] Take a deep breath in here
as you extend the arms out
[5:21] to a big wide V-shape.
[5:24] And then exhale just right back
to fingertips on shoulders,
[5:28] elbows pulling back.
[5:30] Inhale expand and lift.
[5:33] Lengthen
through all four sides of the torso.
[5:35] Exhale fingertips to the shoulders.
[5:39] And one more time inhale.
[5:43] Slow and steady.
[5:44] Exhale fingertips back down. Each
[5:47] now right.
[5:48] Fingertips
come down to the ground behind you.
[5:51] Left palm comes to the right knee.
[5:55] Draw your chin to your chest.
[5:56] As you inhale.
[5:58] Lift and lengthen up through the spine.
[6:00] Up through the crown of the head.
[6:01] Imagine like a little imaginary,
string is lifting you up from your crown,
[6:08] and we take a little twist here.
[6:11] Keep the shoulders relaxed.
[6:12] It doesn't need to be pushed
or forced at all.
[6:15] Keep it soft, keep breathing.
[6:24] And then gently release it.
[6:25] Come back to center.
[6:26] Take a deep breath in and squeeze
the shoulders up to your ears.
[6:31] Exhale, relax them down and away.
[6:36] Then we'll bring the left fingertips back.
[6:38] Right hand comes to the left knee.
[6:40] Drop the chin to the chest.
[6:42] Inhale. Roll up through the spine.
[6:44] Lift the chest.
[6:45] Lift up through the crown of the head
and exhale.
[6:48] Journey into your twist.
[6:50] Feel it out.
[6:55] So no
[6:56] forcing yourself into the shape,
but really meeting
[7:00] your body.
[7:01] Kind of where where it is today based on
what it's telling you in this exploration.
[7:09] That is the yoga part.
[7:11] All right.
[7:11] Inhale in here.
[7:13] Use your exhale to come back to center.
[7:16] Inhale.
[7:16] Take the arms out to that V once again.
[7:20] Good.
[7:20] Exhale fingertips to the shoulders
just like we did before.
[7:25] All right.
[7:26] Inhale in here.
[7:27] As you exhale
you're going to turn your right elbow
[7:30] or rather draw your right elbow back
turning to your right left elbow forward.
[7:36] Inhale. Sit up nice and tall.
[7:38] Exhale slow motion at first.
[7:40] Come through center
and then take it to the other side.
[7:43] Left elbow back right elbow forward.
[7:46] As in straight
right in front of you. Right.
[7:48] Not to the left.
[7:51] And now we're going to move back and forth
in your own time.
[7:54] You can begin to pick up the pace here,
but I'd love for you to slowly
[7:59] pick up the pace.
[7:59] If you do that, keep it nice
and slow at first, so you can really kind
[8:03] of pay attention
to any sticky points in the spine.
[8:08] Notice
where you might be holding your breath
[8:11] at any point during this.
[8:22] Nice, and you might be able to pick up
[8:25] with speed just a little bit for this last
[8:27] beat.
[8:31] Good.
[8:31] And release.
[8:33] Shake it out. Let it go.
[8:35] Let's meet on all fours.
[8:40] All right.
[8:43] From tabletop
position, we're actually going
[8:45] to drop the elbows down to the earth.
[8:48] Hi, Benji.
[8:49] Hey, sweet guy. Hey, buddy.
[8:52] Palms come to the earth.
[8:56] Elbows down. There he is. He got it.
[8:59] And we'll walk the knees back.
[9:00] We're coming into chest opener.
[9:03] Shoulder opener. Heart opener.
[9:05] Walk the knees back.
[9:06] Keep the elbows pinned to the earth.
[9:09] Relax your head down
[9:12] and tilt your tailbone up towards the sky.
[9:17] Find your heart to earth pose here
[9:22] and just ever so slightly
draw the navel in and up.
[9:26] Maybe hugging the low ribs into the spine.
[9:32] And what we do there
is we create that support for the spine.
[9:35] But we also perhaps depends on your body.
[9:39] Create a little more space in the shoulder
girdle here
[9:43] by hugging the low ribs in.
[9:48] Breathe.
[9:50] Relax your face.
[9:52] Close your eyes.
[9:57] And then carve a line
with your nose forward.
[10:00] Slowly slither all the way through
[10:03] onto your belly.
[10:06] Preparing for a little cobra.
[10:10] So draw the hands
underneath the shoulders.
[10:12] Squeezing elbows into the side body.
[10:15] Rest your forehead on the earth first.
[10:17] Just take a breath for yourself.
[10:20] Maybe a little gratitude here
[10:21] for getting down on the ground,
taking some time for yourself
[10:27] to be with yourself and tend to the body,
to the breath, into your spirit.
[10:32] Then with your breath, inhale slowly
carve a line.
[10:36] Excuse me.
[10:37] With your nose.
[10:38] Look forward. Nice baby cobra
[10:41] lifting the heart,
[10:42] the chest drawing the shoulders
away from the ears.
[10:45] Squeezing those elbows into the side body,
pressing the tops of the feet
[10:49] and the pubic bone into the earth
could breathe.
[10:53] Inhale.
[10:55] Exhale.
[10:56] Slowed down forehead kisses the mat.
[11:00] We go again. Inhale.
[11:02] Rise up. Cobra.
[11:04] Stay here.
[11:05] Breathe.
[11:08] Let the breath be slow and smooth.
[11:12] And then on your next exhale, slowly
[11:15] release forehead to the mat one last time.
[11:19] This time we're just going to go up
with the inhale and down with the exhale.
[11:22] Here we go. Ready.
[11:24] Inhale we lift up
[11:27] and exhale we float down.
[11:30] Beautiful.
[11:32] Curl the toes under.
[11:33] Press up to all fours.
[11:35] Then swing your legs around to one side
[11:38] and slowly come through
[11:41] to a seat.
[11:42] Send your legs out in front.
[11:44] Inhale sit up nice and tall.
[11:46] Flex the feet and again
find that pencil to draw your scapula
[11:52] to, pinching that imaginary pencil
opening up through the chest.
[12:00] Navel draws to the spine to support.
[12:05] And then release.
[12:06] Cross the ankles.
[12:07] Come back through to all fours.
[12:10] And this way
we're going to come into a lunge.
[12:11] So bring the right foot all the way up.
[12:15] Walk the left knee back.
[12:18] Then with the front knee bent, swim
[12:20] your fingertips around to interlace
behind your back.
[12:23] Back toes can be curled or uncurl.
[12:28] And then we'll draw the knuckles down
as we open up
[12:30] through the chest here,
breathing in deeply.
[12:34] Really focusing on alignment here
and sensation.
[12:39] So grounding through all four corners
of that front foot,
[12:43] squeezing the inner thighs
gently to the midline, lifting up
[12:46] through the pelvic floor
and then opening up through the chest.
[12:51] Carve a line with your nose
if it feels right in your body,
[12:54] all the way up towards the sky
to open up through the front of the neck
[12:59] and then with ease,
[13:00] release slowly come back down.
[13:04] Come through tabletop
and we'll switch to the other side.
[13:06] So nice and easy transition.
[13:10] When you're ready, same thing
on this side.
[13:12] Or swim the arms around.
[13:14] We'll find that nice strong base
as we interlace the fingertips, maybe
[13:19] looping the shoulders a little front
and back as we open up through the chest.
[13:25] Breathe.
[13:28] Lifting up gently from the pelvic floor,
[13:32] drawing navel to spine.
[13:39] Notice the sensations in the body.
[13:41] Carve a line with the nose forward, up
and back,
[13:45] gently looking up as you open up
[13:47] through the throat.
[13:50] And then, with ease, releasing.
[13:53] Nice work.
[13:54] We're going to come back to that
puppy posture, so drop the elbows.
[14:00] Lift the hip creases up high.
[14:03] Melt your heart to the earth.
[14:05] You can close your eyes here.
[14:10] And as you breathe slowly and smoothly.
[14:16] Just begin once, once again to notice.
[14:22] Any and all sensation
[14:23] in the upper back, body, the shoulders,
[14:28] the neck and the chest.
[14:40] Heart to earth pose, Anahatasana.
[14:43] Take one more full cycle of breath here.
[14:50] And then as you
[14:50] exhale, slide through home again.
[14:53] Use an inhale to press up Cobra.
[14:58] Exhale to release.
[15:01] Curl the toes under.
[15:02] Come back to all fours.
[15:03] Swing the legs
to one side back through Dandasana
[15:07] send the legs out long.
[15:10] This time you can bring the fingertips
of the palms to your sides.
[15:14] Open up through the chest.
[15:17] Sit up nice and tall,
[15:19] energized through the legs.
[15:23] Lovely.
[15:24] Then shift your hips forward and
come to lie all the way down on your back.
[15:29] Bend your knees and prepare for
Setu Bandhasana, Bridge Pose.
[15:36] So feet are on the ground.
[15:38] Hands are pressing down
[15:41] gently into the earth at your sides,
[15:45] moving
with your breath ground through your feet.
[15:47] Inhale, begin to lift,
starting at the tailbone all the way up.
[15:51] Slowly hip points lift up high,
[15:55] lifting the hips, the low back,
the mid-back, the upper back,
[16:01] and then slowly on the exhale,
lowering the hips
[16:06] and moving really slow
so you can really sense
[16:10] that you're
[16:12] lowering the back one vertebra at a time.
[16:16] Or best, you can do it again.
[16:18] Inhale. Moving with your breath.
[16:20] We lift up into the bridge.
[16:24] Feel it out.
[16:30] And using your exhale
[16:32] to take it down very slowly.
[16:41] Now we're going to do one more
[16:42] like this option
to keep your hands pressing to the earth.
[16:47] Or this time,
as we inhale, slowly lift the tailbone
[16:52] sacrum low back.
[16:54] We'll also lift the fingertips
forward up and back.
[16:57] So as the hips lift,
we stay grounded through the feet.
[17:01] We reach the arms up and overhead.
[17:05] Chest comes towards the chin
[17:07] and then see
if you can take your chin towards the sky.
[17:10] As you engage through the glutes and lift
[17:13] the hip points up high.
[17:17] Then really
[17:18] stay with the sensation
as you first start to move the arms
[17:22] and feel that compression of the vertebra
on the earth.
[17:27] As you lower down,
you can use the arms reaching up
[17:30] high to get a little massage here
as you slowly lower
[17:35] everything, including the arms, eventually
[17:38] all the way back down to the earth.
[17:41] Gorgeous.
[17:43] Let's take the arms
now into cactus arms so bent elbows.
[17:48] Press.
[17:48] Press through the toes.
[17:49] Lift the knees up towards the chest
and we'll just take a couple seconds here
[17:54] to rock a little side to side and find
what feels good in your body today.
[17:59] So if you want to stick with the massage,
you might take the knees
[18:03] in a circular motion.
[18:06] He might go ahead and move into a twist
[18:09] by taking the knees to one side
and then the other.
[18:13] If you wanted to do some scissor legs here
for a little core,
[18:17] maybe that would be a good option.
[18:21] Take a couple moments
[18:24] to find
what feels good in your body today.
[18:45] And then release the feet
when you're ready.
[18:48] Back at center, extend one leg out
and then the other.
[18:53] If you're ready for savasana,
go ahead and head there. Now,
[18:59] if you'd
[18:59] like to come into a fish pose variation
with me.
[19:03] We'll extend the legs out
long and point the toes.
[19:07] So really engaged through your quads here.
[19:10] Send the fingertips down
and then walk one arm
[19:14] and then the other underneath you
so that your wrists
[19:17] are directly underneath your bum, palms
pressing down.
[19:22] Zip up tight through the legs.
[19:25] Inhale in.
[19:26] Exhale press into your palms,
your knuckles and your elbows
[19:31] to gently slide the crown of the head
down to the earth and look.
[19:36] Take your gaze back behind you.
[19:39] Open up through the chest.
[19:41] Press into your foundation.
[19:43] Engage through the feet.
[19:46] Breathe.
[19:54] Nice full cycles of breath.
[19:59] And then, slowly
[20:00] and with control, we will release.
[20:03] Release one arm, then the other.
[20:06] Everyone turn your palms face up.
[20:08] Walk your feet out wide so you're kind of
taking up space on your mat.
[20:12] And last but not least,
we're just going to do a little movement
[20:16] here by, not pointing the toes,
but moving the toes
[20:21] front and back, front and back,
[20:23] creating a little bit
of rocking here in the body.
[20:28] And if you have your heels on a mat,
you shouldn't have any problem here.
[20:32] If you're on a more slick surface,
it might be a little difficult,
[20:36] but feel free to peek at me
if you need a little visual
[20:41] finding this gentle rock.
[20:43] And then once you feel like
you kind of know what you're doing
[20:46] or trying to do, you can close the eyes.
[20:50] Find your breath.
[20:53] Keep rocking.
[20:58] Shoulders are relaxed.
[21:01] Heart is open.
[21:02] Mind is open.
[21:06] Keep rocking for three,
[21:09] two and one.
[21:11] Let it go. Let everything go.
[21:13] And just
[21:16] notice you.
[21:17] Notice how you feel as you rest easy here.
[21:28] Relax through your chest.
[21:33] Relax through the front of the shoulders.
[21:40] Relax through the top of the shoulders.
[21:50] Close your eyes as you allow
[21:54] yourself to relax in the back
[21:56] of the shoulders.
[22:02] And the whole shoulder girdle.
[22:04] Relaxing
[22:07] and just unwinding here.
[22:18] Letting go of any gripping.
[22:23] That you may not even be
[22:26] fully aware of or conscious of.
[22:28] Just allowing
the whole weight of the body.
[22:34] To get heavy.
[22:44] Use your next exhale
[22:46] to get a little bit heavier.
[22:57] And use your next
[22:59] exhale to get a little bit heavier.
[23:02] Again.
[23:08] Relax the weight of your entire body.
[23:15] And just for a moment longer.
[23:20] Allow yourself to let go.
[23:25] Of anything that is no longer serving you.
[23:28] Just let it go.
[23:47] All done.
[23:49] Well done indeed.
[23:51] Take your time nice and slow.
[23:53] Begin to bring some energy to the fingers
and toes,
[23:56] wiggling them,
[23:59] beginning
to move the tongue around in the mouth,
[24:03] slowly rocking your head
[24:05] side to side, ear to ear.
[24:08] And when you're ready, opening the eyes
and just bringing yourself
[24:12] back into the room
or the environment that you're in.
[24:16] Walking the feet back in line
with the hips.
[24:20] Taking a nice full body stretch
whenever you're ready.
[24:23] Arms up and overhead.
[24:26] Thank you
[24:26] so much for choosing this practice,
for showing up for yourself.
[24:30] I'm honored to practice with you.
[24:33] We'll bring the palms together, thumbs
to third eye whenever you're ready,
[24:36] and we'll seal this baby
with one final breath in together.
[24:41] As a community.
[24:44] And out together.
[24:47] Thanks, everyone.
[24:48] Take good care. Namaste.
