A 20-Minute Breath-Led Yoga Flow for Energy Without Coffee

Picture the mid-afternoon slump: the screen glowing, the jet lag still in the legs, the second cup of coffee already cooling on the desk. Then a voice cuts through the room and asks you to roll out your mat. That is the opening move of a 20-minute full body yoga video from the Boho Beautiful channel, listed with instructor Mark Spicoluk and filmed in Iceland, and it makes a bold promise in its title: a practice "better than 100 coffees." What makes it worth a closer look is not the marketing. It is the architecture. The class is built as a repeating loop of breath, a short stretch, a small burst of effort, and then a deliberate return to a resting shape, so the body is asked to work hard without ever being pushed past recovery. Understanding that loop is the key to understanding why a short flow like this can feel so awake at the end.

Why does a yoga class pitch itself against coffee?

The framing starts in the first minute. The instructor says that life brings "energetic ups and downs," and that during the downs you can feel "subordinate and trapped, enslaved by your own physical body's harsh demands for inertia." Rest is not the enemy here; the video says plainly that sometimes you do need it. The target is the reflex that reaches for stimulation before movement. The line that gives the video its hook is the comparison: "sometimes you think you need 10,000 coffees, but the truth is you just need 20 determined minutes on your mat."

That is a more interesting claim than it first appears. Coffee delivers a quick chemical lift that fades. A flow like this aims at a different kind of alertness, one built from heart rate, circulation, and muscular effort, which the instructor describes as the goal of the class: to "kick-start your metabolism, your heart rate, your circulation," to engage the muscles "through breath, movement, and summon strength," and to clear the mind. The video's own description adds focus and release of tension to that list. These are the video's stated aims. Whether a 20-minute session delivers them for any given person is something the viewer will judge from their own body, and the practice is clearly built to be felt rather than believed.

How does the opening use breath to set the tempo?

Before anything resembling a stretch, the class sits the student on the knees, fingertips resting on the mat, chest open, shoulders drawn back, eyes closed. The first breaths are instructed in a specific rhythm: inhale to fill the lungs with the chest expanding, then exhale audibly. This is not decorative. Every movement that follows is cued to an inhale or an exhale, and the breath becomes the metronome for the whole session.

The sequence that bookends the opening is a small template repeated throughout the class. Arms rise overhead on the inhale, palms meet, the head tilts back to the sky. On the exhale the hands descend to the heart in prayer position, and the student lets "all air leaving our lungs once and for all." At around the two-minute mark, the instructor adds a big final breath and extends the reach with the fingertips. Repeating this gesture at different points in the class gives it the feel of a ritual: each return is a marker of where you are in the session.

What are cat-cow and downward dog doing in this flow?

Cat-cow arrives at about three minutes, performed on all fours. The instructor cues the spine up toward the sky while tucking the chin on the exhale, then reverses it on the inhale: lifting the chin, arching the back. The movement is a gentle wave through the entire spine, and because it is slow and symmetrical, it works as a warm-up for the more demanding shapes ahead.

Downward dog then becomes the room the practice keeps returning to. Around the fourth minute, the instructor invites students to walk the dog out, pulse the heels if the calves want it, or drop the hips and settle. The language is permissive on purpose: "do what feels right to you here in this moment." Downward dog is also the reset point. In several passages the instructor asks students to "check in with how your body's feeling" and to "wipe the slate clean once again" before the next round. That is a useful habit to borrow: treat the resting shape not as a pause between exercises but as a checkpoint where you decide how much more to give.

What does the chaturanga sequence ask of the arms and core?

The first real strength element comes around 4:37, when the flow moves from downward dog to plank on the exhale, then into chaturanga on the next exhale, then up into upward-facing dog on the inhale, and back to downward dog. Chaturanga, the low plank with elbows bent close to the ribs, is the hardest transition of the basic vinyasa pattern, and the instructor slows it down deliberately. The transitions are where most people lose form, so the pace matters more than the number of repetitions.

Notice how the breath dictates the work. Exhale to lower, inhale to lift. The class does not ask for strength through speed. It asks for control through the length of each exhale. By the time the flow has run through it a few times, the arms and shoulders have been asked to lower and press the whole body several times over, and the core has been held in long, steady planks between each rep.

Why does the class count push-ups instead of simply demanding them?

The push-ups are a small, precise escalation. The instructor counts them aloud: "that's four," then a deliberately long exhale on the last one before moving into upward dog. In a later round, the count is "three" and then "five," each time ending in upward dog held for a beat before a slide back to downward dog. The counted approach matters because it turns effort into a series of finite, legible steps. Students aren't asked to do an open-ended burst. They are asked to finish the count and then reset.

There is also a clear pattern of progression. The class starts with the arms and the breath, moves into the spine and the hips, then asks the upper body and core to do the most work. Between each block it returns to seated breathwork, with hands rising and falling to the heart, and the breath is allowed to get a little quicker or deeper before settling again. The effect is an arc of rising and falling intensity rather than a flat grind.

What is the body wave, and why is it in a 20-minute class?

Around 9:35 the instructor introduces what they call the body wave, starting from downward dog. The knees bend, the body rotates up and forward, elbows bend, and the practitioner lifts into a hovering plank before rolling back to downward dog. The knees do not touch the mat during the forward roll. The cue is to "exhale as you slide forward, inhale as you come back," and to "find your own pace with your own breath and stop anytime you need to."

The body wave is the most dynamic move in the segment, and it is the clearest example of the class's larger idea. It combines mobility through the hips and spine with the shoulder and core strength of a plank, and it does so in a single fluid motion that depends entirely on the breath. A move like this is the reason a short session can feel like a complete workout: it takes a stable shape and makes it move through space.

What happens on the floor later in the practice?

The second half shifts toward lower-body work and floor-based movement. The transcript shows a cue for a "left foot forward, lunge and back" at around 14:17, followed by a transition to the left hand on the mat and a sequence the instructor describes with the phrase "cosmic egg." Later still, the class asks the student to look over the left knee and then swing the legs around to the other side, a rotational movement that gives the spine and hips a different kind of stretch than the vertical work earlier in the flow. Because the transcript for those passages is partial in the source, the best way to learn them is to follow the video itself rather than rely on a description.

"The truth is you just need 20 determined minutes on your mat, and this is that opportunity."

, the instructor, in the opening of the class

The closing returns to gratitude. Near the end, the instructor thanks the student for being there and asks them to notice "what is it saying to you?" That question is a fitting finish for a practice built on listening: the breath cues, the rests, the option to walk the dog or sit still. The class has been asking the same thing the whole time.

How can you practice this at home without losing the point?

The most useful lesson from this flow is not the exact sequence but the rhythm. Set a mat, hit play, and let the breath lead. Keep each downward dog as a true checkpoint. Count the push-ups, but finish with control rather than speed. If the transitions feel rough, slow them down, which the instructor explicitly invites. And use the closing gratitude as a moment to notice the difference between where you started and where you finish, rather than as a verdict on whether coffee has been replaced. The video's promise is ambitious. Its method is simple: move, breathe, rest, and check in, twenty minutes at a time.

Where to go from here

If this flow has you curious about the foundations under it, start with the breath-led rhythm of cat-cow and downward dog, then work up to chaturanga and the body wave once the transitions feel steady. Watch the full video with the sound on, because the cues are part of the practice. Then try a second round on a tired day and compare how you feel. Your own body is the only reliable measure of whether a practice like this earns its title.

[0:34] >> Life is filled with so many energetic

[0:36] [music] ups and downs, and sometimes the

[0:39] downs can make you feel subordinate and

[0:41] trapped,

[0:43] enslaved by your own physical body's

[0:45] harsh demands for inertia.

[0:48] And yes, sometimes you do need rest, but

[0:51] other times you know that you can and

[0:53] you need to dismantle the self-hostage

[0:55] situation.

[0:57] This class was designed for exactly

[0:59] that. To kick-start your metabolism,

[1:02] your heart rate, your circulation, to

[1:04] engage your muscles through breath,

[1:06] movement, and summon strength, and to

[1:08] clear your mind of all that's holding

[1:10] you back.

[1:11] Because sometimes you think you need

[1:13] 10,000 coffees, but the truth is you

[1:15] just need 20 [music] determined minutes

[1:17] on your mat, and this is that

[1:20] opportunity. So, grab a water, roll out

[1:23] that mat, and let's begin.

[1:31] >> [music]

[1:36] [music]

[1:42] [music]

[1:49] [music]

[1:51] >> Welcome, friends. Let's start today's

[1:53] class seated on our mat on our knees,

[1:56] putting our fingertips to either side,

[1:58] touching the mat.

[2:00] Opening up our chest, pulling [music]

[2:01] our shoulders back, closing the eyes.

[2:04] And let's take a few deep, mindful

[2:05] breaths here.

[2:08] Inhaling, filling up the lungs, chest

[2:11] expanding. [music]

[2:12] Exhaling.

[2:14] Letting it out audibly.

[2:17] >> [music]

[2:18] >> Inhaling again.

[2:19] Filling up the lungs.

[2:21] And exhaling [music]

[2:23] back out.

[2:25] Beautiful. Big breath in.

[2:29] And a big, deep, mindful breath out.

[2:33] [music]

[2:39] Last one here. Let's raise our hands up

[2:42] above our head as we inhale, bringing

[2:44] our [music] palms together, tilting our

[2:46] head back, stretching up to the sky.

[2:49] And exhaling, [music]

[2:50] bringing our hands down to heart in

[2:51] prayer position. Eyes closed, [music]

[2:54] all air leaving our lungs once and for

[2:57] all.

[3:01] Okay, let's find our way onto all fours,

[3:04] and come into [music] cat cow. Pushing

[3:06] our spine up towards the sky in cat,

[3:09] >> [music]

[3:09] >> tucking our chin.

[3:10] And exhaling.

[3:12] Looking up forward, lifting the chin,

[3:14] [music] arching the back.

[3:16] Big breath in.

[3:17] Cat.

[3:19] And exhale, chin up.

[3:22] Into cow.

[3:23] Deep inhale, arching the back [music]

[3:25] once again, and exhale.

[3:29] Beautiful.

[3:30] One last time, pushing up with your

[3:32] spine, pushing down with your hands into

[3:34] the mat.

[3:35] And exhale into cat.

[3:38] Great job. All right, let's [music] come

[3:40] up into downward facing dog by lifting

[3:42] our knees, coming onto our toes,

[3:44] >> [music]

[3:44] >> and walk our dog out just for a moment

[3:46] here.

[3:48] Add in whatever motion feels good to

[3:50] your body right now.

[3:51] >> [music]

[3:51] >> You can add a couple of downward dog

[3:53] pulses like this if it feels right for

[3:56] your calves [music]

[3:57] or continue to just walk the dog

[4:00] dropping the hips.

[4:01] Do what [music] feels right to you here

[4:04] in this moment and continue for a couple

[4:06] more [music] seconds at your own pace.

[4:20] >> [music]

[4:21] >> Now when you're ready meet me in

[4:23] stillness in downward dog here as we

[4:25] prepare to move forward in our practice.

[4:28] All right, let's flow it out really

[4:30] slowly here. [music] On your exhale come

[4:32] forward into plank.

[4:35] Inhaling and then exhaling [music]

[4:37] nice and slow into Chaturanga.

[4:40] And inhale slowly upward facing dog

[4:44] lifting your chin up keeping your eyes

[4:45] closed pushing down with your hands

[4:49] before inhaling and coming [music] back

[4:51] to downward dog once again.

[4:53] Now let's mindfully drop the knees down

[4:56] to the mat and bring yourself [music]

[4:58] back onto our heels with our seat and

[5:01] let's do some mindful breathing here.

[5:04] >> [music]

[5:04] >> Inhale hands up palms together.

[5:08] Exhaling

[5:09] >> [music]

[5:09] >> hands down to heart.

[5:12] Big quick inhale bringing the hands up

[5:14] [music] stretching towards the sky

[5:16] exhale all air out of the lungs. Last

[5:19] one reaching even further up here with

[5:21] your fingertips [music]

[5:23] and mindfully letting all the air back

[5:26] out.

[5:29] All right, let's find our way back to

[5:31] downward [music] facing dog

[5:32] reconnecting with our breath checking in

[5:35] with our body [music]

[5:36] seeing how the transformation is going.

[5:39] You can walk it out just a bit if that

[5:41] [music] feels right.

[5:43] Just wiping the slate clean once again.

[5:47] Beautiful.

[5:48] All right, let's get those muscles

[5:50] [music] working with a long exhale,

[5:52] slowly coming into plank, holding here.

[5:55] We're going to do a few push-ups.

[5:57] Exhale down, inhale up. One. Exhale

[6:01] down,

[6:02] inhale up. Nice and steady, nice [music]

[6:05] and slow. Down and then up.

[6:09] All right, down. That's four. Up. And

[6:13] one [music] big exhale for the last one

[6:14] as we come down and inhale into upward

[6:17] facing dog, coming onto your toes.

[6:20] Hold here for an extended second,

[6:22] breathing into it, and then exhaling

[6:24] [music] as we mindfully come back to

[6:26] downward dog again.

[6:28] Next, drop your knees down to the mat

[6:31] and come back into seated once again for

[6:33] a little bit more breath work as we

[6:35] inhale, expanding your lungs full all

[6:38] the [music] way, reach up.

[6:39] And exhale down to heart. A little bit

[6:42] quicker this [music] time.

[6:43] Lifting up, inhale lungs full.

[6:46] >> [sighs]

[6:47] >> Exhale

[6:48] >> [clears throat]

[6:48] >> down to [music] heart. And last one,

[6:50] inhale palms together, stretching a

[6:52] little bit further than last time.

[6:55] And exhale, hands back [music] down to

[6:57] heart. All right, find your way back to

[7:00] downward facing dog. Let's connect some

[7:02] movement and breath. Deep inhale here

[7:04] first,

[7:04] >> [music]

[7:05] >> and exhale, slowly coming down into

[7:07] plank. Inhale push back.

[7:10] Exhale slowly down to [music] plank.

[7:13] Inhale push back.

[7:15] And exhale, plank again.

[7:18] And inhale [music] push back.

[7:21] Exhale, plank.

[7:23] Inhale dog,

[7:25] and exhale, plank.

[7:28] All right, coming back to dog. This

[7:30] one's a little different. We're going to

[7:31] exhale, [music] come to plank, and we're

[7:33] going to drop into push-ups. Exhale

[7:35] down, inhale up. Exhale down, inhale up.

[7:40] Exhale down, that's three.

[7:42] Up.

[7:43] Exhale down, [music]

[7:45] inhale up, and last one down. We're

[7:48] going to come up into upward facing dog

[7:49] once again.

[7:51] And then we're going to exhale, come

[7:53] back [music] into downward facing dog at

[7:55] the bottom of our mat. All right, let's

[7:57] find our way into [music] kneeling, and

[7:59] let's go with a little bit deeper breath

[8:01] work here as we inhale.

[8:04] Hands together. Exhale.

[8:07] Hands down to heart.

[8:09] Inhale hands together, reaching up to

[8:11] the sky, and exhale, bring those [music]

[8:14] palms down. This time reaching up,

[8:16] filling our lungs all the way to

[8:18] capacity.

[8:20] And exhale,

[8:22] letting all the air back out.

[8:26] And let's find our way

[8:27] >> [music]

[8:27] >> to downward facing dog once again to

[8:29] reset and check in.

[8:32] All right, walking of the dog if it

[8:35] feels right, or sitting [music] in

[8:36] stillness if that serves you best.

[8:38] Just take a moment here, and check in

[8:40] with how your body's feeling. [music]

[8:43] And then take a deep inhale, exhaling

[8:46] coming into plank.

[8:48] Back into dog, you know the drill.

[8:49] [music] Exhale plank. And bring it back.

[8:53] And come forwards.

[8:55] Really connecting [music] your breath

[8:57] and your movement here. Big long

[8:59] inhales, deep exhales.

[9:02] Connecting [music] to your rhythm, to

[9:04] your pace.

[9:06] Couple more here.

[9:07] >> [music]

[9:07] >> Before we add a variation.

[9:09] Downward dog inhale, and exhale

[9:13] >> [music]

[9:13] >> plank. Beautiful.

[9:15] All right, two more. Plank, and back

[9:18] into downward facing dog.

[9:20] Forward into plank.

[9:23] Downward dog to [music] plank one last

[9:24] time before we take the body wave.

[9:26] Starting in downward dog, we're going to

[9:28] bend our knees, and rotate ourselves up,

[9:31] just like so. Bend the knees, come

[9:33] forward, elbows [music] bent, lift up to

[9:35] plank, and roll back. Knees don't touch,

[9:38] elbows bent, hovering forward [music]

[9:41] and waving back into downward dog.

[9:43] Exhaling as you slide forward, inhaling

[9:46] as you come back. Find your own pace

[9:49] with your own breath and stop anytime

[9:51] [music] you need to. Take a couple more

[9:53] on your own here.

[9:58] >> [music]

[10:04] [music]

[10:04] >> All right, when you're ready, come

[10:06] forward into plank and let's do a few

[10:07] more push-ups here. Exhale down, inhale

[10:10] up. That's one.

[10:13] Two.

[10:14] Pushing down and up, that's three.

[10:16] [music] Down and up.

[10:18] Four. And on your fifth, come up into

[10:21] upward-facing dog, pushing down with

[10:24] your palms into the earth, holding here

[10:27] just for a second,

[10:29] feeling it in the arms, and slide back

[10:31] to downward-facing [music]

[10:33] dog. Now, let's meet back on our knees

[10:36] and come to our breathwork once again,

[10:38] >> [music]

[10:38] >> lifting our arms up, inhaling, filling

[10:41] up our lungs, and drop hands to heart.

[10:43] That's one.

[10:45] Lifting up, [music] inhale the lungs all

[10:47] the way full, exhale. That's two.

[10:51] And one more, make it count. [music]

[10:53] Inhale, lungs full all the way.

[10:56] Exhaling mindfully and slowly, hands to

[10:59] heart. All right, next, clasp your

[11:01] fingers behind your back, drop [music]

[11:03] your forehead towards the earth in front

[11:05] of you, lifting your hands up towards

[11:07] the sky, and come into your breath once

[11:09] again.

[11:13] >> [music]

[11:19] >> All right, let's take a variation by

[11:20] pulling our hands to the right side of

[11:22] our mat, coming onto the [music] right

[11:24] temple of our forehead, tuning into your

[11:26] body and tuning into your breath.

[11:36] >> All right, let's take it over to the

[11:37] other side.

[11:39] Left temple,

[11:40] >> [music]

[11:40] >> left side of the mat, fingers still

[11:43] clasped,

[11:44] and deep [music] breathing here.

[11:51] >> [music]

[11:54] >> All right, you can release the arms,

[11:56] come up onto your toes, let's find our

[11:58] way to [music] cosmic egg. Bouncing on

[12:00] our toes, we're going to wrap our hands

[12:02] around the fronts of our knees, giving

[12:04] ourselves a hug, bring our chin down

[12:07] [music] towards the knees as well.

[12:09] Activate the stretch by squeezing

[12:11] tightly,

[12:13] or just hold and work on your balance.

[12:17] If you'd like to close your eyes for a

[12:18] little bit more of a challenge, feel

[12:20] [music] free, but it's likely you'll

[12:21] fall out, cuz it's a lot more difficult

[12:24] than it sounds.

[12:25] >> [snorts]

[12:25] >> Just do your best [music] to tune into

[12:27] your body,

[12:28] and give it more of what it responds to.

[12:31] Your body [music] is the teacher here,

[12:33] and I'm just the guide.

[12:36] All right, breathing deeply.

[12:42] >> [music]

[12:48] [music]

[12:59] [music]

[13:05] [music]

[13:06] >> And on your next exhale, let's release

[13:09] the cosmic egg. We're going to rise onto

[13:11] our heels, hands on your heart for some

[13:14] cyclical [music] breath work here.

[13:17] Deep inhale,

[13:20] and [snorts] exhale.

[13:23] Inhale,

[13:24] exhale.

[13:27] Inhale,

[13:29] exhale.

[13:31] In.

[13:33] And out.

[13:36] In.

[13:38] And out.

[13:40] In.

[13:41] >> [music]

[13:42] >> Out.

[13:45] Inhale.

[13:47] Exhale out.

[13:49] Fill up the lungs.

[13:51] >> [sighs]

[13:52] >> And out.

[13:54] Filling up the lungs.

[13:55] And exhale.

[13:58] Last one.

[14:00] And out.

[14:03] Dropping our fingers down to the mat and

[14:05] our knees. Let's come up into lunge with

[14:08] the left foot to the front of the mat

[14:09] and [music] step back. Coming forward,

[14:12] right foot forward to lunge and step

[14:15] back. Beautiful.

[14:17] Left foot forward, lunge and back onto

[14:21] knees.

[14:22] Right foot forward, lunge and back into

[14:26] seated.

[14:27] >> [music]

[14:27] >> Take a deep inhale, come forward. And

[14:30] exhale, come back.

[14:32] Inhale forward, right foot.

[14:35] And exhale [music] back.

[14:38] Inhale forward, you can push the hips

[14:40] forward with your hands. And [music]

[14:42] exhale back.

[14:43] Inhale right foot forward and back into

[14:47] seated. Few more times [music] here,

[14:49] forward, lunge down and seated back. All

[14:53] right, last one. Right leg forward and

[14:56] back. All right, this [music] time left

[14:58] leg forward, right hand planted, right

[15:01] knee lifted, stretching up with our left

[15:03] hand to the sky, bringing our [music]

[15:05] gaze towards our fingers.

[15:07] And coming into our [music] breath.

[15:14] >> [music]

[15:17] >> All right, let's release by dropping our

[15:19] left hand to the mat, staying on our

[15:21] toes on our right foot. we're going to

[15:23] jump our right foot forward, left foot

[15:25] back, and [music] switch your reach this

[15:27] time, right arm towards the sky,

[15:30] reaching with your fingertips, gazing up

[15:32] towards them as we feel the twist in our

[15:34] spine, and come in towards our breath.

[15:40] >> [music]

[15:45] >> All right, drop your hand. We're going

[15:47] to do some [music] switch jumps. Left

[15:49] leg forward, jump. Right leg back.

[15:52] Right leg forward, jump. Left leg back.

[15:54] There you [music] go. Find the rhythm

[15:56] with your breath, jumping on the exhale,

[15:59] and take it at your [music] own pace now

[16:01] for a moment here.

[16:06] >> [music]

[16:13] >> All right, [music] let's end with our

[16:14] right leg forward, and slowly, mindfully

[16:18] rise up, bring each [music] foot to the

[16:21] top and bottom of the mat, and come

[16:23] forward at your hips into wide-legged

[16:25] fold. Add a few little baby [music]

[16:27] pulses here with your breathing, up and

[16:30] down, little baby pulses.

[16:40] All right, let's [music] meet up at

[16:41] neutral, and pivot your right foot

[16:43] forward, coming onto your left toes, and

[16:45] then step back into plank.

[16:47] Then rise up [music] into

[16:48] downward-facing dog before jumping

[16:50] forward between your two hands into a

[16:53] crouch.

[16:54] Roll back, [music]

[16:56] and roll forward.

[16:58] Wonderful. Holding onto the knees first,

[17:00] [music] rolling back, and landing on the

[17:02] feet, rolling forward. Feeling the

[17:05] stretch in your hips as you bring your

[17:07] head forward between your knees when you

[17:09] get to the top of your mat. Roll back,

[17:11] inhale, and exhale forward. [music]

[17:14] Now, notice when When roll back, our

[17:16] feet are crossed when we land at the

[17:17] front. Now, this is so that when we roll

[17:19] [music] back this time, we can pop up

[17:22] just like this into hero pose, lifting

[17:24] our hips off the mat. Rolling back and

[17:27] [music] rotating to the other side,

[17:29] coming up. Beautiful.

[17:31] Roll back, inhale, exhale, right [music]

[17:33] leg, right knee down. Left leg up.

[17:36] Going back, inhale and exhale. This

[17:38] [music] time, left leg down, right leg

[17:40] up. Couple more here, remembering to

[17:43] switch legs. Keep your core engaged.

[17:49] >> [music]

[17:56] >> All right, last one. We're going to roll

[17:58] back and forward [music] into boat

[18:00] position. Now, extend the legs and

[18:03] crunch. Legs out, crunch. Couple more

[18:06] here. Crunch and inhale out, [music]

[18:09] exhale forward. Last one, inhale out.

[18:11] Let's hold. Legs out. Head up, shoulders

[18:15] up off the mat, arms at your side, palms

[18:18] facing [music] upward. Engaging,

[18:20] engaging, and let's lift those legs up

[18:24] towards the sky now.

[18:26] Take a second here. Cross your arms over

[18:29] your chest.

[18:30] Deep breath in, feel the chest expand.

[18:32] [music]

[18:33] And on your exhale, reach up, bring your

[18:35] feet down towards your hands. Knees

[18:37] apart, find your way into quick happy

[18:39] baby here, just as a rest pose.

[18:43] You can rock back and forth just

[18:44] slightly [music] to add some motion or

[18:47] just bask in the stillness.

[18:56] >> [music]

[19:00] [music]

[19:06] >> All right. On your next exhale, let's

[19:09] prepare to roll forward. You can drop

[19:12] [music] your feet, bring your weight

[19:13] forward, and roll up into seated,

[19:16] cross-legged on your mat. At the top,

[19:19] [music] we're going to twist. Right hand

[19:21] over left knee, looking over your left

[19:23] shoulder.

[19:24] Left hand placed behind [music] you.

[19:26] Twisting in the spine. Take a couple

[19:28] deep, mindful, and conscious breaths

[19:30] here.

[19:36] >> [music]

[19:49] >> And on your [music] next exhale, let's

[19:51] swing it around to the other side. Left

[19:52] hand over right knee, right hand behind

[19:54] you, fingers touching the mat. [music]

[19:56] Looking over with your gaze of your

[19:58] right shoulder.

[20:00] Coming into your breathing, filling up

[20:02] the lungs [music]

[20:03] with each exhale, deepening the twist

[20:06] just a little bit more.

[20:09] >> [music]

[20:09] >> Beautiful.

[20:18] >> [music]

[20:21] >> One more deep breath [music] in

[20:24] and release. Let's meet at the center of

[20:27] our mat on our knees for our last

[20:28] [music]

[20:29] connective breaths of the practice.

[20:31] Deep breath in, arms up, filling [music]

[20:34] up the lungs.

[20:35] Exhale, hands down to heart.

[20:39] Mindful breath in.

[20:42] Hands [music] together, bow the head.

[20:45] Exhale, hands down to heart. And one

[20:48] last [music] breath, reaching up with

[20:50] everything you got. Let's hold here,

[20:52] lungs full,

[20:54] holding, holding, and [music]

[20:57] exhale.

[21:00] Beautiful.

[21:02] All right.

[21:03] >> [music]

[21:04] >> Take a moment with your body.

[21:07] What is it saying to you?

[21:09] How does it feel?

[21:11] Think about how you felt before you

[21:13] rolled out your mat and compare it to

[21:16] exactly how you're feeling [music] right

[21:18] now.

[21:19] What a sweaty

[21:21] and torturously beautiful journey.

[21:24] I want to say thank you for being here

[21:26] with me.

[21:27] I hope to see you here on the mat again

[21:29] soon.

[21:31] Namaste.

[21:32] >> [music]

The video frames it that way, with the instructor saying you may think you need 10,000 coffees but really need 20 determined minutes on your mat. The practice aims to raise heart rate and circulation through breath and movement, which is a different kind of alertness than caffeine. Results will vary by person, so it is best judged by how your own body responds.
In this class, the body wave starts in downward dog, with the knees bent and the body rotating up and forward into a hovering plank before rolling back. The knees stay off the mat during the forward roll, and the movement is paced to the breath, exhaling on the slide forward and inhaling on the return.
The class is built on basic vinyasa elements like cat-cow, downward dog, plank, chaturanga and upward dog, and the instructor repeatedly invites students to slow down, skip a push-up, or sit still. Beginners can follow the breath cues and stop whenever they need to. Chaturanga is the most demanding transition, so it is worth practicing slowly.
A plank is held as a stable line from head to heels, while chaturanga lowers the body with the elbows bent close to the ribs before lifting into upward-facing dog. In this class, the exhale guides the lowering and the inhale guides the lift, which keeps the transition controlled rather than rushed.
Counting gives each set a clear beginning and end, so effort stays finite and legible. The instructor counts them aloud and uses a long exhale on the final rep before moving into upward dog, which turns the push-ups into a series of steps rather than an open-ended burst.
Breath sets the tempo for almost every movement. Inhales and exhales are cued to specific shapes, such as exhaling into cat and inhaling into cow, and the seated opening uses arms rising on the inhale and falling to the heart on the exhale. The class treats the breath as the guide for pace and effort.
